How to Lose Weight with a Slow Metabolism

A slow metabolism makes weight loss harder, but it rarely makes it impossible. The good news is that metabolism isn’t as fixed as most people think. Your body’s calorie burn is shaped by how much muscle you carry, how active you are throughout the day, how well you sleep, and what you eat. All of those are adjustable. Even better, recent research from Harvard suggests that metabolism stays remarkably stable between ages 20 and 60, meaning what feels like a “slow metabolism” is often a collection of fixable habits and treatable conditions rather than an unchangeable biological sentence.

What “Slow Metabolism” Actually Means

Your metabolism is the total number of calories your body burns in a day. Most of that energy goes to keeping you alive: breathing, circulating blood, maintaining body temperature, repairing cells. This baseline burn, called your basal metabolic rate, accounts for roughly 60 to 70 percent of your daily calorie use. On top of that, your body burns calories digesting food and through all the movement you do, from formal exercise to fidgeting in your chair.

When people say they have a slow metabolism, they usually mean their body burns fewer calories at rest than average. That’s real for some people, but the gap is typically smaller than expected. Two people of the same weight and height might differ by 200 to 300 calories per day in their resting burn rate. That matters over time, but it’s a gap you can close with the right strategies. A genuinely sluggish metabolism is more often caused by too little muscle mass, chronic dieting that has lowered your baseline, poor sleep, or an undiagnosed medical condition like an underactive thyroid.

Rule Out Medical Causes First

Hypothyroidism is the most common medical reason for a truly slow metabolism. Your thyroid gland controls the pace of nearly every metabolic process in your body. When it underperforms, your resting calorie burn drops, you retain fluid, and losing weight becomes genuinely difficult no matter how carefully you eat. Polycystic ovary syndrome (PCOS) and insulin resistance can create similar roadblocks by disrupting how your body processes and stores energy. If you’ve been consistently eating in a calorie deficit and exercising without losing weight for several months, a simple blood panel can check your thyroid hormones, insulin levels, and other markers. Treating these conditions often removes the metabolic barrier entirely.

Use Protein to Your Advantage

Your body burns calories just digesting and processing food, and not all foods cost the same amount of energy to break down. Protein increases your metabolic rate by 15 to 30 percent of the calories consumed, meaning if you eat 300 calories of chicken breast, your body uses 45 to 90 of those calories just processing it. Carbohydrates raise your metabolic rate by 5 to 10 percent, and fats by only 0 to 3 percent.

Muscle tissue burns about 6 calories per pound per day at rest. Fat tissue burns only about 2 calories per pound. That difference sounds small, but it compounds. Adding 10 pounds of muscle over a year of strength training increases your resting calorie burn by roughly 60 calories a day, and that’s before accounting for the calories you burn during the workouts themselves.

Resistance training also creates what’s known as an afterburn effect: your body continues burning extra calories after the workout ends as it repairs muscle fibers and restores energy systems. This afterburn can last anywhere from 15 minutes to 48 hours depending on workout intensity, and it adds a 6 to 15 percent bump to the total calories you used during the session. So a strength workout that burns 300 calories might actually cost your body closer to 345. High-intensity resistance training produces a larger afterburn than steady-state cardio like walking or light jogging.

You don’t need to live in the gym for this to work. Two to three resistance training sessions per week, focusing on compound movements that work multiple large muscle groups (squats, deadlifts, rows, presses), is enough to build and maintain the kind of muscle mass that meaningfully shifts your metabolic rate over months.

Move More Outside of Workouts

Formal exercise gets all the attention, but the calories you burn through everyday movement often matter more for weight loss. This category of energy expenditure, sometimes called non-exercise activity thermogenesis, includes everything from walking to the store and cooking dinner to standing at your desk and tapping your foot. According to research from the Mayo Clinic, this type of daily movement can vary by up to 2,000 calories per day between two people of similar size. That’s an enormous gap, and it explains why some people seem to eat freely without gaining weight while others feel like they gain from looking at bread.

If your metabolism feels slow, increasing your everyday movement is one of the fastest ways to close that gap. Take phone calls while walking. Park farther away. Use stairs instead of elevators. Stand while working if you can. Set a timer to get up every 30 minutes. None of these feel like exercise, but collectively they can add hundreds of extra calories to your daily burn without triggering the hunger increase that intense workouts sometimes cause.

Protect Your Sleep

Sleep deprivation rewires your appetite hormones in exactly the wrong direction. A Stanford study found that people who consistently slept five hours per night had a 14.9 percent increase in ghrelin (the hormone that makes you hungry) and a 15.5 percent decrease in leptin (the hormone that tells you you’re full) compared to people sleeping eight hours. That’s a double hit: you feel hungrier and less satisfied by the food you eat.

Poor sleep also makes your body worse at processing carbohydrates and more likely to store calories as fat rather than burning them for energy. If you’re doing everything else right but consistently sleeping six hours or less, fixing your sleep may do more for your weight than any dietary change. Seven to nine hours is the range where appetite hormones and metabolic function perform best for most adults.

Create a Deficit Without Crashing

The biggest mistake people with a perceived slow metabolism make is cutting calories too aggressively. When you drop below what your body needs to function, it responds by slowing your metabolism further, burning muscle for fuel, and ramping up hunger signals. This is the cycle that makes metabolism feel permanently broken: extreme diet, metabolic slowdown, rebound weight gain, repeat.

Women should generally not eat fewer than 1,200 calories per day, and men should stay above 1,500, unless under medical supervision. A moderate deficit of 300 to 500 calories below your actual daily needs (not some generic calculator number, but what your body truly burns) produces steady fat loss of about half a pound to one pound per week without triggering the metabolic alarm bells that come with starvation-level diets.

If you’ve been chronically undereating for months or years, your metabolism may have adapted downward. In that case, spending a few months eating at maintenance calories while strength training can help restore your metabolic rate before you attempt another deficit. This feels counterintuitive when you want to lose weight, but rebuilding your metabolic capacity first makes the eventual deficit far more effective.

What Matters Most

The hierarchy for losing weight with a slower metabolism looks like this: rule out medical causes, eat enough protein, strength train consistently, move more throughout the day, sleep well, and maintain a moderate calorie deficit you can sustain for months rather than weeks. No single strategy works in isolation, but stacking several of them creates a cumulative metabolic shift that overcomes the disadvantage of a lower starting point. The people who succeed at this tend to stop chasing dramatic short-term results and focus instead on the daily habits that raise their metabolic floor over time.
