Lowering inflammation in your body comes down to a handful of consistent lifestyle changes, not a single fix. The main levers are diet, exercise, sleep, stress management, and gut health. If you cut out specific inflammatory foods, you can see changes in as little as two to three weeks. Broader dietary and lifestyle shifts typically take three to six months to produce measurable results in blood markers like C-reactive protein (CRP).
How to Tell If You Have Chronic Inflammation
Acute inflammation is useful. It’s the redness and swelling after a cut, your immune system doing its job. Chronic inflammation is different: low-grade, persistent, and often invisible. It drives conditions like heart disease, type 2 diabetes, and autoimmune disorders over years.
The most common blood test for inflammation is CRP. Levels above 10 mg/L generally indicate an active inflammatory or infectious process, though levels below that don’t rule one out. A more sensitive version called high-sensitivity CRP (hsCRP) is used for cardiovascular risk: levels above 2 mg/L put you in a higher risk category. Another test, the erythrocyte sedimentation rate (ESR), rises more slowly in response to inflammation and can take weeks to normalize. If you’re trying to track whether your changes are working, hsCRP is the more responsive marker.
Shift Your Diet Toward Anti-Inflammatory Foods
The Mediterranean diet has the strongest evidence base of any eating pattern for reducing inflammation. In the large PREDIMED trial, participants following a Mediterranean diet supplemented with extra virgin olive oil saw reductions in CRP, IL-6 (a key inflammatory signaling molecule), and markers of blood vessel inflammation. A low-fat comparison diet actually increased several of those same markers. The olive oil group also saw about a 3% drop in blood sugar, an 8% reduction in insulin resistance, a 4% decrease in LDL cholesterol, and a 6% increase in HDL cholesterol.
In practical terms, this means building meals around vegetables, fruits, whole grains, legumes, nuts, fatty fish, and olive oil. The foods to reduce or eliminate are the ones that reliably drive inflammation up: refined sugar, processed meats, fried foods, white bread, and sugary drinks. Because eliminating a single inflammatory food can produce noticeable changes in two to three weeks, it’s worth starting with whatever processed food you eat most often. For the full dietary shift, give yourself three to six months to transition and start seeing results in your blood work.
Exercise Consistently, at Any Intensity
Regular physical activity lowers CRP regardless of how hard you push. A meta-analysis of 18 randomized controlled trials found that resistance training alone produced a significant reduction in CRP and inflammatory cytokines in older adults. Subgroup analyses showed the reduction held up across different ages, training intensities, weekly frequencies, and workout durations. In other words, moderate weightlifting three times a week works, and so does more vigorous training.
Aerobic exercise has similar effects. The key factor isn’t intensity but consistency. Sedentary people who start moving regularly see drops in inflammatory markers within weeks. If you’re not currently exercising, the simplest starting point is 150 minutes per week of moderate activity (brisk walking counts) combined with two sessions of some form of resistance training. You don’t need to optimize your routine before it starts helping.
Sleep Enough to Prevent Inflammatory Spikes
Sleep loss triggers inflammation quickly. Restricting sleep to just 4 hours for a single night is enough to increase the expression of pro-inflammatory genes. Extend that pattern to a week of 6-hour nights instead of 8-hour nights, and circulating levels of IL-6 rise measurably. Ten consecutive nights of roughly 4 hours of sleep increases CRP levels. Even a single night of total sleep deprivation activates both pro- and anti-inflammatory stress responses in otherwise healthy young adults.
The practical threshold is straightforward: consistently sleeping under 7 hours raises your inflammatory baseline. If you’re doing everything else right but sleeping poorly, those efforts are partly undermined. Prioritizing 7 to 9 hours of actual sleep (not just time in bed) is one of the highest-impact changes you can make, especially because sleep deprivation also increases cortisol and cravings for inflammatory foods, creating a cycle that compounds over time.
Why Chronic Stress Keeps Inflammation High
Under normal conditions, cortisol acts as your body’s built-in anti-inflammatory brake. When you’re stressed briefly, cortisol rises, does its job, and subsides. But when stress is chronic, your immune cells gradually stop responding to cortisol’s “stand down” signal. This is called glucocorticoid resistance. Your body keeps producing cortisol, but the immune system no longer listens to it, so inflammatory molecules keep being released unchecked.
This isn’t just a theory. Systematic reviews across species confirm that chronic psychological stress alters immune cell signaling in ways that reduce anti-inflammatory gene activity and increase pro-inflammatory cytokine release. The body even begins producing immune cells that are inherently less sensitive to cortisol’s calming effects.
What works to interrupt this cycle varies by person, but the interventions with the best evidence include mindfulness meditation, regular physical activity (which serves double duty here), adequate sleep, and cognitive behavioral approaches to stress. The goal isn’t eliminating stress but breaking the pattern of unrelenting activation that leads to cortisol resistance.
Feed Your Gut Bacteria to Strengthen Your Barrier
Your gut lining is a major control point for systemic inflammation. When it’s intact, it keeps bacterial toxins out of your bloodstream. When it’s compromised, those toxins leak through and trigger immune responses throughout your body.
The cells lining your colon depend on short-chain fatty acids, particularly butyrate, as their primary fuel source. Butyrate strengthens the gut barrier and has direct anti-inflammatory effects on the immune cells nearby. Your body doesn’t produce butyrate on its own. Gut bacteria make it by fermenting dietary fiber. So the chain is simple: you eat fiber, your gut bacteria convert it to butyrate, butyrate feeds your gut lining and keeps inflammation in check.
The best sources of prebiotic fiber include onions, garlic, leeks, asparagus, bananas, oats, and legumes. Fermented foods like yogurt, kefir, sauerkraut, and kimchi add beneficial bacteria directly. If your current diet is low in fiber, increase intake gradually to avoid digestive discomfort.
Omega-3 Supplements and Dosing
Omega-3 fatty acids from fish oil compete with omega-6 fatty acids in your body. Omega-6s produce more potent inflammatory signals, so when you shift the balance toward omega-3s, the overall inflammatory output decreases. This isn’t subtle biochemistry. It’s a well-documented shift in how your immune cells manufacture signaling molecules.
Clinical trials in people with rheumatoid arthritis have used daily doses in the range of 1.8 to 2.1 grams of EPA and 1.2 grams of DHA (the two active components in fish oil), typically for 12 to 16 weeks. These are higher doses than what most over-the-counter supplements provide in a single capsule, so check the label for EPA and DHA content specifically, not just total fish oil. If you’re eating fatty fish like salmon, mackerel, or sardines two to three times per week, you may get enough from diet alone.
One caution: at high sustained doses (900 mg EPA plus 600 mg DHA or more daily for several weeks), omega-3s can suppress immune function by dampening inflammatory responses too aggressively. More is not always better.
Curcumin: Promising but Poorly Absorbed
Curcumin, the active compound in turmeric, has anti-inflammatory properties in lab and clinical settings. The challenge is absorption. When taken orally, roughly 75% of curcumin passes through your digestive system and is excreted unchanged. Very little reaches your bloodstream.
Pairing curcumin with piperine (a compound in black pepper) significantly improves absorption. In human studies, 20 mg of piperine taken with 2 grams of curcumin enhanced bioavailability substantially. Some newer formulations claim equivalent effects at one-tenth the dose by using different delivery technologies. If you’re going to try curcumin, look for supplements that include piperine or use enhanced absorption formulations, and take it with a meal containing fat.
Putting It All Together
Inflammation isn’t driven by one thing, so it isn’t solved by one thing. The most effective approach layers multiple changes: eating more vegetables, fiber, and omega-3s while cutting processed foods; exercising consistently; sleeping 7 to 9 hours; and managing chronic stress. Each of these targets a different pathway that feeds into the same inflammatory cycle. Start with whatever feels most achievable and build from there. Eliminating a single inflammatory food can show results in weeks, while the full picture takes three to six months to shift your baseline meaningfully.
