A high heart rate during running usually means you’re working harder than you need to, and the fix is almost always slowing down. But pace is only one piece of the puzzle. Your warm-up, hydration, cadence, fitness base, and even the weather all influence how fast your heart beats at any given effort level. Here’s how to bring that number down, both in the moment and over time.
Slow Down (Seriously)
The most immediate way to lower your heart rate while running is to run slower. This sounds obvious, but most runners resist it. If your heart rate is consistently climbing into the upper zones during what should be an easy run, you’re going too fast for your current fitness level. Easy runs should feel conversational. If you can’t speak in full sentences, dial the pace back until you can.
Most of your weekly mileage should happen at a low intensity, roughly 60 to 70 percent of your max heart rate. This is often called Zone 2 training, and it builds your aerobic base by strengthening your heart muscle to pump more blood with each beat and improving the energy-producing structures inside your cells. Over weeks and months, this training makes your heart more efficient, so it doesn’t need to beat as fast to deliver the same amount of oxygen. The payoff is a lower heart rate at every pace, including faster ones.
Warm Up Before You Pick Up the Pace
Jumping straight into your target pace forces your cardiovascular system to play catch-up, which spikes your heart rate early in the run. The American Heart Association recommends warming up for 5 to 10 minutes before moderate or vigorous activity, with longer warm-ups for more intense sessions. For running, this means starting with a slow jog or brisk walk.
A gradual warm-up lets your heart rate and breathing rise steadily rather than abruptly, which minimizes stress on your heart. It also gives your muscles time to loosen up, so you’re not fighting stiffness that makes every stride cost more energy. If you’ve ever noticed your heart rate is highest in the first mile and then settles, a proper warm-up can flatten that early spike.
Stay Ahead of Dehydration
As you run, you lose fluid through sweat, and your blood volume drops. With less blood circulating, your heart has to beat faster to deliver the same amount of oxygen to your muscles. This phenomenon, called cardiac drift, means your heart rate climbs even when your effort stays constant. Heat, humidity, and poor hydration all accelerate it.
On longer runs, cardiac drift is essentially unavoidable, but you can minimize it. Drink water before your run and take in fluids during runs lasting more than 30 to 40 minutes. On hot or humid days, expect your heart rate to run 10 or more beats higher than usual at the same pace. Rather than chasing a number on your watch, adjust your expectations and slow down to keep the effort honest.
Find Your Natural Cadence
Your step rate matters more than you might think. Research from the University of Florida found that runners who deviated significantly from their preferred cadence saw meaningful heart rate increases. Running at 10 percent below preferred cadence raised heart rate by about 10 beats per minute compared to running at a natural rhythm. Even a 5 percent deviation in either direction increased heart rate by 7 to 8 beats per minute.
The takeaway isn’t to obsess over hitting a magic number like 180 steps per minute. It’s to avoid overstriding (taking long, slow steps) or shuffling unnaturally. Most runners naturally settle into an efficient cadence. If you’ve been deliberately trying to change yours based on generic advice, your heart rate might actually benefit from letting your body find its own rhythm, staying within about 5 percent of what feels natural.
Check Your Watch’s Accuracy
Before overhauling your training, make sure the number you’re reacting to is real. Wrist-based optical heart rate monitors are convenient but have notable limitations. They lose accuracy during activities that involve vigorous hand movement, and they struggle to read through dark or tattooed skin. A watch worn too loosely or too tightly will also give unreliable readings.
Chest strap monitors remain the most reliable option for tracking heart rate during running. If your wrist-based watch regularly shows heart rate numbers that don’t match how you feel (reading 175 when you feel comfortable, or 120 when you’re gasping), the sensor is likely the problem, not your fitness. Trying a chest strap for a few runs can help you calibrate your expectations.
Know Your Actual Max Heart Rate
Your training zones are only as accurate as the max heart rate you’re basing them on. The most commonly used formula, 220 minus your age, is a rough estimate at best. More refined formulas exist, like 208 minus 0.7 times your age, but a large study published in PLOS ONE found that none of the popular age-based equations are precise enough for individual use. The margin of error can shift someone across two entire training zones, meaning you might think you’re running in Zone 3 when you’re actually in Zone 2, or vice versa.
If accurate zones matter to you, the only reliable approach is testing your actual max heart rate, either through a supervised maximal effort test or a structured field test (like running hard uphill repeats). Without that, treat any formula-based zones as rough guidelines rather than hard boundaries.
Build Fitness Over Time
The most effective long-term strategy for lowering your running heart rate is simply getting fitter. Consistent aerobic training increases your stroke volume, the amount of blood your heart pumps per beat. A stronger heart pushes more blood with fewer contractions, so your heart rate drops at every intensity level. This is why experienced runners can hold paces that would leave a beginner gasping, their hearts are doing more work per beat.
This adaptation takes months, not days. Expect to spend 8 to 12 weeks of consistent, mostly easy running before you notice your heart rate trending downward at familiar paces. Patience with the process is the hardest part, but it’s the only intervention that produces lasting change.
Watch for Signs of Overtraining
If your heart rate during runs is suddenly higher than normal and you can’t explain it with heat, dehydration, or pace, your body may be telling you it needs rest. A resting heart rate that’s elevated by 5 or more beats per minute on two or more consecutive mornings is a well-established signal that you’re under-recovered. Measure it within 5 to 10 minutes of waking, before coffee or any activity.
An elevated resting heart rate paired with sluggish performance, poor sleep, or persistent fatigue suggests you need easier days or full rest days, not more miles. Backing off for a few days often brings both your resting and running heart rate back to normal faster than pushing through.
What About Breathing Techniques?
You may have heard that nasal breathing lowers heart rate during running. Research from the American Physiological Society found that nasal breathing does shift the nervous system toward a calmer state and lowers blood pressure, but these effects were observed at rest, not during exercise. During actual physical activity, the cardiovascular benefits of nose breathing didn’t hold up.
That doesn’t mean breathing patterns are irrelevant. Rhythmic breathing, like syncing your inhales and exhales to your foot strikes in a 3:2 or 2:1 pattern, can help you stay relaxed and avoid the shallow, panicky breathing that often accompanies a rising heart rate. The goal isn’t to force air through your nose. It’s to breathe in a controlled, steady rhythm that matches your effort.
