The fastest way to bring your blood sugar down is to move your body. A 20-minute walk after eating can measurably lower your glucose levels compared to sitting still. But beyond that immediate fix, several daily habits, from how you eat to how you sleep, play a surprisingly large role in keeping blood sugar stable over time.
Walk After You Eat
Physical activity pulls sugar out of your bloodstream and into your muscles, where it gets burned for energy. The timing matters: walking after a meal lowers blood sugar more effectively than exercising before one. A study comparing pre-dinner and post-dinner walks found that 20 minutes of mild to moderate walking done shortly after eating produced significantly lower glucose levels than the same walk done beforehand.
You don’t need to jog or hit the gym. A casual, self-paced walk around the neighborhood is enough. If you can’t do 20 minutes, even 10 helps. The key is getting your legs moving while your body is actively processing the food you just ate. This works whether or not you have diabetes.
Change What You Eat First, Not Just What You Eat
The order in which you eat your food changes how sharply your blood sugar rises. Research from Stanford Medicine found that eating fiber, protein, or fat before carbohydrates reduces the glucose spike from the carbs. In one experiment, participants who ate pea fiber or boiled egg whites 10 minutes before rice had a noticeably smaller spike. Those who ate fat (crème fraîche) before the rice saw a delayed, blunted peak instead.
In practical terms, this means eating your salad or chicken before your bread, your vegetables before your pasta. If you’re having a burger and fries, eat the burger first. This simple reordering gives your digestive system a head start on processing slower nutrients before the fast-absorbing carbohydrates arrive.
Add More Soluble Fiber to Your Diet
Soluble fiber dissolves in water and forms a gel in your digestive tract. That gel physically slows down the breakdown and absorption of carbohydrates, which means glucose enters your bloodstream more gradually instead of all at once. Aim for 6 to 8 grams of soluble fiber per day. Good sources include oats, beans, lentils, apples, citrus fruits, and flaxseeds.
Fiber also slows the breakdown of other carbohydrates eaten alongside it, so pairing a high-fiber food with a starchy one (think beans with rice, or an apple with crackers) can flatten your glucose curve even when you’re not cutting carbs entirely.
Try Vinegar Before Meals
Vinegar, specifically the acetic acid in it, has been shown in multiple clinical trials to reduce blood sugar after meals. The most studied dose is about 1 to 2 tablespoons (10 to 30 mL) of apple cider vinegar, taken before or with a carbohydrate-rich meal. In one trial, insulin-resistant participants who consumed 30 mL of apple cider vinegar before a 75-gram carbohydrate meal had a measurably lower glucose response than those who took a placebo.
Vinegar works best with meals that contain complex carbohydrates like bread, rice, or potatoes. Always dilute it in a glass of water to protect your tooth enamel and throat. It won’t replace other strategies, but it’s a low-cost addition that has reasonable evidence behind it.
Sleep Enough to Keep Insulin Working
Poor sleep makes your cells resist insulin, the hormone responsible for moving sugar out of your blood. The effect is not subtle. Studies consistently show that a single night of restricted sleep (four to five hours instead of seven or eight) reduces insulin sensitivity by 16 to 25%. One study measured a 29% reduction in the ability of muscle and fat tissue to respond to insulin after just a few nights of short sleep.
This means the same meal can produce a higher blood sugar reading when you’re sleep-deprived than when you’re well rested, even though nothing else changed. If your blood sugar has been creeping up and you’re regularly sleeping less than seven hours, improving sleep may do more than changing your diet.
Manage Stress to Stop Your Liver From Dumping Sugar
When you’re stressed, your body releases cortisol, which acts as a direct opponent to insulin. Cortisol signals your liver to produce and release glucose into the bloodstream, essentially dumping stored sugar even when you haven’t eaten anything. This is a survival mechanism designed for moments of physical danger, but chronic stress keeps it switched on constantly.
The liver produces this extra glucose through a process cortisol controls at the enzyme level, boosting the activity of two key enzymes that convert stored energy into blood sugar. That’s why people under chronic stress often see higher fasting glucose readings in the morning, before they’ve eaten a single thing. Reducing cortisol through whatever works for you (deep breathing, walks, adequate sleep, cutting back obligations) can lower those readings.
Consider Your Magnesium Intake
Magnesium plays a direct role in how your body handles sugar. It’s required for insulin receptor signaling, meaning your cells literally need magnesium to respond properly when insulin tells them to absorb glucose. It’s also a necessary cofactor for every enzyme involved in breaking down sugar for energy.
A dose-response meta-analysis published in the British Journal of Nutrition found that supplementing with 500 mg of elemental magnesium per day was associated with a 0.73% reduction in A1C, a meaningful improvement for someone with elevated blood sugar. Fasting glucose also improved modestly at 360 mg per day. Magnesium-rich foods include pumpkin seeds, spinach, almonds, black beans, and dark chocolate. Many adults fall short of the recommended intake without realizing it.
Know Your Target Numbers
It helps to know what you’re aiming for. The American Diabetes Association recommends these targets for most adults with diabetes: fasting blood sugar (before meals) between 80 and 130 mg/dL, and blood sugar measured one to two hours after eating below 180 mg/dL. If you don’t have diabetes but are trying to keep your levels healthy, your numbers should generally fall below those thresholds with room to spare.
When High Blood Sugar Becomes Dangerous
Most high blood sugar readings are not emergencies, but some are. If your glucose stays above 240 mg/dL and you have ketones in your urine (detectable with over-the-counter test strips), that combination requires immediate medical attention. Without treatment, the situation can progress to a dangerous condition called ketoacidosis.
Warning signs include fruity-smelling breath, nausea or vomiting, abdominal pain, shortness of breath, dry mouth, and confusion. If you can’t keep any food or fluids down because of ongoing vomiting or diarrhea while your blood sugar is elevated, that also warrants a call to 911 or an emergency visit. These symptoms indicate your body has started producing toxic acids because it can’t use glucose properly.
