How to Prevent DOMS in Legs After a Workout

You can’t completely eliminate delayed onset muscle soreness in your legs, but you can significantly reduce how severe it gets. The most effective strategy is a combination of gradual training progression, proper warm-ups, and a few targeted recovery habits. Most leg DOMS peaks 24 to 72 hours after exercise and stems from microscopic damage to muscle fibers during movements that lengthen the muscle under load, like squats, lunges, downhill running, and stair descents.

Why Your Legs Get So Sore

DOMS is triggered primarily by eccentric contractions, the phase of a movement where your muscle lengthens while working against resistance. Lowering into a squat, running downhill, or controlling weight on the way down during a leg press all create this type of load. When the mechanical stress exceeds what your muscle fibers can handle at the ultrastructural level, it causes micro-damage to the tissue. Your body responds with protein breakdown, a cleanup process called autophagy, and localized inflammation. That inflammation is what you feel as deep, achy soreness that makes stairs feel impossible two days after leg day.

The good news: your body adapts quickly. This adaptation, known as the repeated bout effect, is the single most powerful defense against future soreness. A single session of eccentric exercise provides protection against soreness from a similar workout for up to six weeks. That protection fades somewhere between six and nine weeks, which is why consistency matters more than any supplement or recovery gadget.

Progress Your Training Gradually

The fastest way to trigger brutal leg DOMS is to do too much eccentric work too soon. Jumping into heavy lunges, long downhill runs, or high-volume squats after a break is a recipe for days of soreness. Research on progressive eccentric training shows that starting at moderate loads and ramping up over two to three weeks largely prevents muscle damage and the soreness that follows.

In practice, this means starting a new leg routine at roughly 50 to 75 percent of what you think you can handle. If you’re returning to squats after time off, cut the weight and volume in half for your first session. If you’re picking up running again, avoid hilly routes for the first couple weeks. Increase intensity by no more than 10 to 15 percent per week. Training your legs three times per week at moderate intensity builds the repeated bout effect faster than one brutal session per week, because your muscles adapt to the eccentric stimulus with each exposure.

Warm Up Before, Skip the Cool-Down Myth

A proper warm-up before your leg workout meaningfully reduces soreness. A randomized controlled trial in the Australian Journal of Physiotherapy found that 10 minutes of moderate walking on an incline before eccentric exercise reduced perceived muscle soreness at the 48-hour mark. The effect was modest but real.

What didn’t help at all: cooling down afterward. The same study found that a post-exercise cool-down had zero effect on soreness. So if you’re short on time, spend it warming up rather than winding down. A good leg-day warm-up includes 5 to 10 minutes of light cardio (walking, cycling, or a light jog) followed by dynamic movements like leg swings, bodyweight squats, and walking lunges. The goal is to increase blood flow and raise muscle temperature before you put your legs under load.

Stay Hydrated, Especially in Heat

Dehydration makes DOMS worse. A study from Chapman University compared soreness in men who exercised while properly hydrated versus those who were dehydrated in hot conditions. The dehydrated group, who lost about 3.3 percent of their body mass through fluid loss, reported significantly higher leg pain. Their thigh tenderness was nearly 7 percent greater than the hydrated group, who lost only 0.9 percent of body mass.

You don’t need a complicated hydration plan. Drink water consistently throughout the day, and if you’re training in warm weather or sweating heavily, add electrolytes. A simple check: if your urine is pale yellow before your workout, you’re likely in good shape. Dark urine means you’re starting your session at a disadvantage that will show up as worse soreness later.

Foam Roll Your Legs After Training

Foam rolling is one of the more accessible tools for reducing leg soreness. Spend one to two minutes per muscle group, focusing on your quads, hamstrings, and calves. For any single area, 30 seconds of slow rolling is a good starting point, and you don’t need to spend more than 10 minutes total. You can foam roll daily or a few times per week.

The key is steady, moderate pressure. Roll slowly over the muscle, pausing on tender spots for a few seconds before moving on. You’re not trying to “break up” anything. The benefit comes from increased blood flow and a temporary reduction in the nervous system’s sensitivity to pain in the area. Foam rolling works best when done both immediately after exercise and again the next day when soreness starts to set in.

Cold Water Immersion for Your Legs

Submerging your legs in cold water after intense training can blunt the inflammatory response that drives soreness. The protocol used in clinical research involves water at 10 to 12°C (50 to 54°F) for about 15 minutes, starting within an hour of finishing your workout. Some protocols repeat immersion at 24 and 48 hours post-exercise for maximum benefit.

You don’t need a dedicated cold plunge. A bathtub with cold water and a bag of ice works. Fill it enough to cover your thighs, sit for 10 to 15 minutes, and that’s it. The cold constricts blood vessels in your legs, reducing the swelling and inflammatory signaling that leads to peak soreness. Warm water immersion at around 40°C (104°F) for the same duration is also being studied as an alternative, so if cold water feels unbearable, a warm bath may offer some benefit too.

Compression Garments

Wearing compression tights or calf sleeves after a hard leg session can reduce soreness by improving circulation and limiting swelling. For general recovery, garments in the 15 to 20 mmHg pressure range are sufficient. If your training is particularly intense or you’re prone to severe soreness, 20 to 30 mmHg offers stronger support. Wearing them for several hours post-exercise or even overnight gives the best results.

Curcumin as a Supplement

Curcumin, the active compound in turmeric, has the strongest evidence of any supplement for reducing exercise-related muscle soreness. A systematic review found that doses between 150 and 1,500 mg per day, taken before exercise and continued for up to 72 hours afterward, reduced muscle damage markers and perceived soreness. The researchers noted that 400 mg per day appears to be the optimal dose, balancing effectiveness with practicality.

In one study, participants who took 1,500 mg of curcumin reported overall soreness scores about 14 percent lower than the placebo group. Even a single 150 mg dose taken immediately after eccentric exercise significantly reduced pain at 48 and 72 hours. Standard turmeric powder from your spice rack won’t deliver enough curcumin to matter. Look for a supplement labeled as curcumin extract, ideally one formulated for better absorption (curcumin on its own is poorly absorbed without an enhancer like piperine, the compound in black pepper).

Putting It All Together

The strategies that matter most are the ones you apply before and during your workout, not after. Progressive training and the repeated bout effect do the heavy lifting. Warm-ups, hydration, and smart load management prevent the worst of the damage from happening in the first place. Post-exercise tools like foam rolling, cold water, compression, and curcumin then help manage whatever soreness remains. No single approach eliminates DOMS entirely, but stacking several of these strategies together can turn what would have been three days of hobbling into mild stiffness that clears in a day.
