How to Raise Your Good Cholesterol Naturally

Raising your HDL (good) cholesterol comes down to a handful of lifestyle changes, with exercise, dietary fat choices, and body weight playing the biggest roles. HDL acts as your body’s cholesterol cleanup crew: it pulls excess cholesterol out of artery walls, carries it to the liver, and the liver converts it to bile acids or dumps it into your digestive tract for removal. That process is the main reason higher HDL levels are linked to lower heart disease risk.

What HDL Actually Does in Your Arteries

HDL particles work like tiny shuttles. They dock against cells in your artery walls, particularly the foam cells that form the basis of dangerous plaques, and pull free cholesterol out of them. This is the bottleneck of the whole cleanup process: cholesterol has to be in its unesterified (free) form before it can be pumped out of the cell and onto an HDL particle. Once loaded, an enzyme on the HDL particle packages the cholesterol into a more compact form, and the now-mature HDL heads for the liver.

At the liver, the cholesterol gets offloaded through one of two routes. HDL can deliver it directly by binding to a specific liver receptor, or it can hand the cholesterol off to LDL particles, which then get cleared by the liver through a separate pathway. Either way, the end result is the same: cholesterol that was sitting in your artery wall ends up processed and excreted. This is why HDL is protective. It’s not just floating around looking good on a blood test; it’s actively reversing the buildup that leads to heart attacks.

Exercise Helps, but Set Realistic Expectations

Aerobic exercise is the most commonly recommended way to raise HDL, and it does work, but the effect is smaller than most people expect. In the HERITAGE Family Study, which put nearly 700 men and women through five months of supervised cycling, average HDL increases were only about 1.1 mg/dL for men and 1.4 mg/dL for women. That’s statistically significant but not dramatic.

People with already-low HDL may see even less of a bump. Researchers have noted that the “conventional wisdom” about exercise raising HDL needs to be tempered by the reality that absolute increases tend to be modest. That said, exercise improves HDL function in ways that don’t always show up as a number on your lab report. It also lowers triglycerides, reduces inflammation, and improves insulin sensitivity, all of which contribute to cardiovascular protection beyond the HDL number itself.

For practical purposes, aim for at least 150 minutes per week of moderate-intensity cardio (brisk walking, cycling, swimming) or 75 minutes of vigorous activity. Consistency over months matters more than intensity on any single day. Resistance training helps too, mainly through its effects on body composition.

Swap Your Fats, Don’t Just Cut Them

The type of fat you eat matters more than the total amount. Monounsaturated fats, the kind found in olive oil, avocados, and most nuts, tend to raise HDL or at least preserve it while lowering LDL. Replacing butter or other saturated fats with olive oil is one of the simplest dietary swaps you can make. Avocados pull double duty: their monounsaturated fat supports HDL levels while their fiber improves the quality of your LDL particles.

Omega-3 fatty acids from fatty fish (salmon, mackerel, herring, tuna, trout) can raise HDL modestly while also lowering triglycerides. Walnuts, flaxseed, and canola oil contain smaller amounts of omega-3s and are worth including, though fish remains the most potent dietary source. Two to three servings of fatty fish per week is a reasonable target.

Trans fats do the opposite of everything you want. They lower HDL and raise LDL simultaneously. These are mostly found in partially hydrogenated oils, which still show up in some packaged baked goods, fried foods, and margarine. Check ingredient labels, because “0g trans fat” on the nutrition panel can still mean up to 0.5 grams per serving.

Lose Weight if You’re Carrying Extra

Excess body fat, particularly visceral fat around the midsection, suppresses HDL levels and raises triglycerides. Losing even a moderate amount of weight can shift this balance. As a rough benchmark, HDL tends to rise about 1 mg/dL for every 6 to 7 pounds lost, though this varies widely by individual. The effect is most pronounced in people who start with low HDL and high triglycerides.

The method of weight loss matters less than the result. Whether you reduce calories, increase activity, or both, the metabolic improvements that come with less visceral fat tend to include better HDL numbers. Crash diets can temporarily lower all cholesterol fractions, including HDL, so gradual and sustained weight loss is preferable.

Smoking and Alcohol

Quitting smoking is one of the more reliable ways to raise HDL. Smokers typically have HDL levels 4 to 6 mg/dL lower than nonsmokers, and those numbers begin recovering within weeks of quitting. Within a year, most former smokers see their HDL return to levels comparable to people who never smoked.

Alcohol raises HDL in a dose-dependent fashion. In controlled metabolic studies, moderate alcohol intake increased HDL by about 18%, driven by faster production of the proteins that form the backbone of HDL particles. The two subjects in that study with the lowest alcohol intake saw no HDL increase at all, suggesting a threshold effect. However, the cardiovascular risks of alcohol (liver disease, cancer, addiction, elevated blood pressure) generally outweigh the HDL benefit. No major medical organization recommends starting to drink for the purpose of raising cholesterol numbers. If you already drink moderately, the HDL effect is a minor silver lining, not a reason to drink more.

What About Niacin and Fish Oil Supplements?

Niacin (vitamin B3) in prescription doses is one of the most potent HDL-raising agents available, capable of increasing HDL by 15 to 35%. But large clinical trials found that raising HDL with niacin didn’t translate into fewer heart attacks or strokes when added to standard treatment. This was a major disappointment that reshaped how doctors think about HDL: the number on the lab report matters less than how well your HDL particles actually function.

Fish oil supplements (omega-3 capsules) have modest effects on HDL and are primarily used to lower triglycerides. In a 16-week trial of overweight patients with high triglycerides and low HDL, prescription omega-3 supplements at 4 grams per day altered the protein composition of lipoprotein particles but did not produce dramatic HDL increases. For most people, eating actual fish two to three times a week is more effective and better supported by evidence than taking capsules.

When HDL Gets Too High

More HDL isn’t always better. The relationship between HDL and mortality follows a U-shaped curve: very low levels are risky, but extremely high levels are associated with increased mortality too. Data from the European Society of Cardiology identifies the risk threshold at HDL above 97 mg/dL for men and above 116 mg/dL for women. Current European guidelines recommend that HDL above 90 mg/dL should not be counted as protective when assessing cardiovascular risk.

Extremely high HDL is uncommon and usually driven by genetics or heavy alcohol use rather than diet and exercise. If your HDL is in the 40 to 60 mg/dL range and you’re trying to push it higher, lifestyle changes are appropriate. If your HDL is already above 80 or 90, further increases are unlikely to help and may not be worth pursuing aggressively.

Putting It Together

The most effective strategy combines several modest changes rather than relying on any single intervention. Regular aerobic exercise, replacing saturated and trans fats with olive oil and fatty fish, maintaining a healthy weight, and not smoking will collectively move your HDL more than any one of those changes alone. The realistic expectation is a 5 to 15% increase in HDL over several months, not a doubling of your number. That may sound underwhelming, but the combination of a higher HDL number with better-functioning HDL particles, lower triglycerides, and reduced inflammation adds up to meaningful cardiovascular protection.
