How to Recover After a Long Run and Feel Better Fast

The best way to recover after a long run is to start immediately: rehydrate, eat a mix of carbohydrates and protein within the first 30 to 60 minutes, and prioritize sleep that night. Everything else, from ice baths to foam rolling, layers on top of those three fundamentals. Here’s how to do each one well.

Eat Carbs and Protein Within the First Hour

Long runs drain your muscles’ stored energy (glycogen), and the faster you replenish it, the faster you bounce back. The International Society of Sports Nutrition recommends a high-carb diet of 3.6 to 5.5 grams of carbs per pound of body weight per day for endurance athletes, so your post-run meal should be carb-heavy. For a 150-pound runner, that translates to roughly 540 to 825 grams of carbs spread across the full day. Your post-run window doesn’t need to carry all of that, but it should be a substantial portion.

Protein matters too. Aim for 20 to 40 grams of protein in that first meal, then continue hitting that range every three to four hours throughout the day. A practical post-run meal might be a bowl of rice with chicken, a bagel with eggs, or a smoothie with banana, oats, and protein powder. If your stomach is too unsettled for solid food right away, a recovery drink or chocolate milk works as a bridge until you can eat a real meal.

Rehydrate Based on What You Lost

The simplest way to know how much fluid you need is to weigh yourself before and after your run. For every pound lost, drink 16 to 24 ounces of fluid afterward. The reason you need more than a straight one-to-one replacement is that your body continues losing fluid through sweat and urine even after you stop running.

Water alone is fine for shorter efforts, but after a long run (especially in heat), you also need sodium, potassium, and other electrolytes. Sports drinks, electrolyte tablets, or even salty foods alongside water all work. If your urine is still dark yellow several hours after your run, you’re behind on fluids.

Light Movement Beats Sitting Still

It’s tempting to collapse on the couch, but gentle movement helps your body clear metabolic waste faster than doing nothing. Research comparing active recovery to passive rest found that light activity was significantly more effective at clearing blood lactate during a 30-minute recovery window. After the first 10 minutes, active recovery outperformed even pneumatic compression devices.

This doesn’t mean going for another run. A 15- to 20-minute walk, easy cycling, or light swimming is enough. The goal is to keep blood flowing through your legs without adding any training stress.

Cold Water Immersion for Soreness

Ice baths have real evidence behind them for reducing the muscle soreness that peaks one to two days after a long run. A meta-analysis published in Frontiers in Physiology found that the most effective protocol is water between 11°C and 15°C (roughly 52°F to 59°F) for 11 to 15 minutes. Colder or longer isn’t necessarily better. Most of the studied protocols used water at 10°C to 15°C for 10 to 20 minutes.

If you don’t have access to an ice bath, a cold shower focused on your legs can provide a milder version of the same effect. The key is doing it relatively soon after your run, not the next day.

Foam Rolling: How Long Per Muscle

Foam rolling can help restore range of motion and reduce tightness, but you need to spend enough time on each area. The working theory is that 90 to 120 seconds of sustained, gentle pressure on a muscle group is enough to produce meaningful changes in the surrounding connective tissue. In practice, that means spending at least one to two minutes per area on your quads, hamstrings, calves, IT bands, and glutes.

A longer protocol of about three minutes per muscle group (one minute of rolling, one minute of rest, repeated three times) may offer additional benefits. The important word is “gentle.” Aggressive rolling on already-damaged tissue can make things worse. If a spot is extremely tender, ease up on the pressure or roll adjacent areas instead.

Sleep Is Where the Real Repair Happens

Your body releases growth hormone primarily during sleep, and that hormone is directly responsible for strengthening muscle and bone tissue. Research from UC Berkeley confirmed that both deep sleep (non-REM) and REM sleep trigger surges of growth hormone through different hormonal pathways, and that insufficient sleep measurably lowers those levels. Growth hormone then feeds back to help regulate your sleep-wake cycle, creating a loop where good sleep promotes repair and repair promotes better sleep.

After a long run, aim for at least eight hours. If you can, go to bed a little earlier rather than sleeping in later, since the deepest sleep phases tend to concentrate in the first half of the night. Avoid alcohol the evening after a long run. It suppresses the deep sleep stages where growth hormone release is highest.

What Compression Gear Actually Does

Compression socks and tights are popular recovery tools, but the evidence is mixed. A study on marathon runners wearing compression socks found no significant difference in markers of muscle damage compared to runners without them. Muscle enzyme levels (a proxy for how much tissue damage occurred) rose dramatically in both groups, with no meaningful gap at any time point.

That said, many runners report that compression gear feels good and reduces perceived soreness. If you find them comfortable, there’s no downside to wearing them. Just don’t rely on them as your primary recovery strategy.

Tart Cherry Juice and Other Supplements

Tart cherry juice has gained a reputation as a natural anti-inflammatory recovery aid. A 2020 research analysis found that tart cherry concentrate, whether in juice or powder form, improved endurance exercise performance when consumed for about a week leading up to exercise. However, a 2023 study found that 1,000 mg of concentrated tart cherry taken for eight days did not improve muscle soreness or function in recreationally active women. The doses, forms, and timing vary so widely across studies that no single recommendation holds up consistently.

If you want to try it, drinking tart cherry juice in the days before and after a long run is a reasonable approach. It’s unlikely to hurt, and some people notice a difference. For anti-inflammatory support with stronger evidence, focus on whole foods: berries, fatty fish, leafy greens, and nuts.

Signs You’re Not Recovering Enough

If your performance is declining despite what feels like adequate rest, pay attention. Overtraining syndrome progresses through stages. Early on, you may notice an unusually fast resting heart rate (above 100 beats per minute), irritability, restlessness, and agitation. These are signs your nervous system is stuck in a stressed state.

If it goes further, the pattern flips. Your resting heart rate may drop unusually low (below 60 bpm in someone who isn’t typically that low), and you’ll feel depressed, unmotivated, and uninterested in training. The Cleveland Clinic identifies three key questions to assess whether you’ve crossed the line: Has your performance dropped despite rest? Are you experiencing mood changes? And can those symptoms be explained by something else, like illness or injury? If the answers are yes, yes, and no, you likely need an extended recovery period, not just a day off.

Tracking your resting heart rate each morning before getting out of bed is one of the simplest ways to catch this early. A sustained increase of five or more beats above your baseline is a signal to back off.
