How to Reduce a Stuffy Nose at Night for Better Sleep

Nasal congestion gets worse at night for a simple reason: gravity stops helping you. When you’re upright during the day, mucus drains naturally down your throat. When you lie down, that drainage stalls, mucus pools in your sinuses, and your nose feels blocked. The good news is that a few targeted changes to your sleep setup, your pre-bed routine, and your environment can make a real difference.

Why Your Nose Gets Worse at Night

During the day, gravity pulls mucus downward through your nasal passages and sinuses. You swallow most of it without noticing. But when you lie flat, your body loses that assist. Mucus collects in the sinuses instead of sliding away, and the blood vessels in your nasal lining swell with increased blood flow, narrowing the space air has to pass through.

Your bedroom environment compounds the problem. Allergens like dust mites live in your pillows and mattress, exposing your airways to irritants for hours at close range. Dry air, especially in winter with the heat running, pulls moisture from nasal tissue and thickens mucus. And if you have any underlying congestion from a cold, allergies, or chronic sinus issues, the nighttime combination of pooled mucus, swollen tissue, and environmental triggers can make breathing feel nearly impossible.

Elevate Your Head While Sleeping

The single most effective position change is propping your head and upper body higher than your chest. This restores some of the gravitational drainage you get while standing. You don’t need a dramatic incline. An extra pillow or a foam wedge that raises your head about 15 to 30 degrees is enough to encourage mucus to flow downward rather than sitting in your sinuses.

Stacking multiple flat pillows works in a pinch, but a wedge pillow gives more consistent support without crimping your neck. If you tend to sleep on your side, keep your head elevated on whichever side you choose. Side sleeping itself can help, since it shifts congestion away from one nostril, though the lower side may feel more blocked. Switching sides periodically can balance things out.

Clear Your Sinuses Before Bed

Starting the night with clearer passages gives you a head start. A saline rinse is the most effective non-drug option. Unlike a basic saline spray, which delivers a light mist, a full saline rinse (using a squeeze bottle or neti pot) pushes a larger volume of saltwater through your nasal passages. This physically flushes out mucus, allergens, and irritants that have accumulated during the day. Using one 15 to 30 minutes before bed clears the way for easier breathing as you fall asleep.

If a full rinse feels uncomfortable, a saline spray still helps. It moisturizes dried-out tissue and loosens crusted mucus so you can blow it out more effectively. Either option is safe for daily use with no risk of rebound effects.

Get Your Bedroom Humidity Right

Dry air thickens mucus and irritates nasal tissue, making congestion feel worse. The Mayo Clinic recommends keeping indoor humidity between 30% and 50%. A simple hygrometer (available for a few dollars at any hardware store) tells you where you stand.

If your bedroom is too dry, a cool-mist humidifier brings moisture levels into that range. Clean it regularly, ideally every few days, because standing water in a dirty humidifier grows mold and bacteria that can make congestion worse. If your home already sits above 50% humidity, skip the humidifier entirely. Excess moisture encourages mold growth and dust mites, both of which trigger nasal swelling.

Reduce Allergens in Your Bedroom

Dust mites, pet dander, and pollen trapped in bedding are common overnight congestion triggers. Washing sheets and pillowcases weekly in hot water kills dust mites. Keeping pets out of the bedroom removes a major source of dander. If pollen is a trigger, showering before bed washes it out of your hair so it doesn’t transfer to your pillow.

Dust mite-proof mattress and pillow encasements are widely recommended, but the evidence is surprisingly weak. A large Cochrane review found that impermeable bedding covers used as an isolated measure are unlikely to offer meaningful relief from allergic nasal symptoms. They may help as part of a broader allergen-reduction strategy, but on their own, don’t expect a dramatic change. Your efforts are better spent on frequent washing, reducing bedroom clutter where dust collects, and vacuuming with a HEPA-filter vacuum.

When Decongestant Sprays Help (and When They Backfire)

Medicated nasal sprays containing oxymetazoline or similar decongestants work fast. They shrink swollen blood vessels in the nose within minutes, opening the airway noticeably. For a bad cold or sinus flare, a spray before bed can be the difference between sleeping and staring at the ceiling.

But there’s a hard limit: three consecutive days, maximum. After that, the spray can cause rebound congestion, a condition called rhinitis medicamentosa, where the nasal lining swells worse than before each time the medication wears off. You end up more congested than you started, needing the spray just to breathe normally. If your congestion lasts longer than a few days, switch to non-medicated approaches like saline rinses and head elevation instead.

Choosing the Right Over-the-Counter Oral Decongestant

If you reach for an oral decongestant at the pharmacy, check the active ingredient. Many popular cold and allergy products contain oral phenylephrine, but the FDA has proposed removing it from the market after an expert panel unanimously concluded it does not work at standard oral doses. For now, products with oral phenylephrine are still sold, but the science says they perform no better than a placebo for nasal congestion.

Pseudoephedrine, sold behind the pharmacy counter in most states, is the oral decongestant with demonstrated effectiveness. It can raise blood pressure and interfere with sleep in some people, so taking it too close to bedtime may trade one problem for another. If you try it, take it earlier in the evening and see how your body responds.

Stay Hydrated Throughout the Day

Drinking enough water keeps mucus thin and easier to drain. Thick, sticky mucus is harder for your sinuses to clear, and dehydration makes it worse. You don’t need to force extra fluids beyond what feels natural, but if you tend to drink little water during the day, increasing your intake can noticeably improve how your nose feels at night. Warm liquids like herbal tea before bed may offer an extra benefit: the steam gently moisturizes nasal passages, and the warmth can temporarily soothe swollen tissue.

Nasal Strips and Mechanical Aids

Adhesive nasal strips, the kind that stick across the bridge of your nose, physically pull the nostrils open wider. They don’t reduce internal swelling or mucus production, but they increase airflow through the front of the nose. Research on external nasal dilator strips has shown modest but measurable improvements in nasal airflow, roughly a 5% to 6% increase in peak flow. That’s not transformative, but for people whose congestion is partly due to narrow nasal passages or a deviated septum, even a small mechanical opening can make breathing more comfortable while falling asleep.

Internal nasal dilators, small silicone or plastic inserts that sit inside your nostrils, work on the same principle and are reusable. Neither type addresses the underlying cause of congestion, but they’re drug-free and worth trying if other methods only get you partway to relief.

A Pre-Sleep Routine That Works

Combining several of these strategies creates the biggest effect. A practical nightly sequence looks like this: take a warm shower about 30 minutes before bed, letting the steam loosen mucus. Follow with a saline rinse to flush everything out. Set up your bedroom with the humidifier running (if the air is dry) and your head elevated on a wedge pillow. If you’re in the first couple days of a bad cold, add a single dose of medicated nasal spray as a short-term bridge.

Most people find that the combination of head elevation, saline rinse, and humidity control handles routine nighttime congestion well enough to sleep comfortably. If congestion persists for weeks despite these measures, or if it’s consistently one-sided, that pattern points toward something structural or chronic that’s worth getting evaluated.
