Reducing inflammation in your body comes down to a handful of consistent habits: eating more whole plants, moving regularly, sleeping well, managing stress, and cutting out the foods that fuel the inflammatory cycle. None of these are quick fixes, but they target the actual biological mechanisms that keep inflammation elevated. Here’s how each one works and what to prioritize.

What Chronic Inflammation Actually Is

Trans fats, found in partially hydrogenated oils, margarine, and many fried or packaged snack foods, cause measurable damage to the gut. In animal studies, trans fat consumption increased the activity of pro-inflammatory immune cells in both the intestinal lining and the liver, while boosting the production of key inflammatory signals like TNF-alpha and IL-6. Trans fats also disrupted the gut’s protective mucus barrier, making the intestinal wall more permeable and allowing inflammatory compounds to leak into the bloodstream.

When trans fats were combined with a high-sugar diet, the effects compounded. The combination weakened the intestinal barrier further by altering immune cell populations that maintain gut lining integrity. It also shifted gut bacteria toward species that produce hydrogen sulfide, a compound that breaks down the mucus layer protecting your intestines. The practical takeaway: read ingredient labels and avoid anything listing partially hydrogenated oils. Minimize sugary processed foods not just for metabolic reasons but because sugar and trans fats together accelerate the inflammatory cycle.

Your Gut Controls More Than You Think

Your intestinal lining acts as a gatekeeper, deciding what gets absorbed into your bloodstream and what stays out. When that barrier weakens, a condition sometimes called “leaky gut,” inflammatory molecules, bacterial fragments, and other triggers slip through and activate your immune system body-wide. Exercise at the Right Intensity

Regular moderate exercise lowers baseline CRP levels compared to being inactive. That’s well established. But the relationship with intensity is more nuanced than “more is better.”

Both moderate and intense exercise temporarily raise CRP, with levels peaking up to 28 hours after a session. This is a normal, healthy acute response. Interestingly, sleeping too little and sleeping too long both correlated with higher inflammation. Extremely long sleep duration was linked to elevated CRP and IL-6, suggesting that oversleeping may be a marker of underlying health issues rather than a benefit.

The practical target for most adults is 7 to 9 hours of actual sleep, not just time in bed. If you struggle with sleep quality, consistent wake times, a cool and dark bedroom, limiting screens before bed, and avoiding caffeine after early afternoon all improve the depth and continuity of sleep. These aren’t minor lifestyle tweaks. For someone with chronically disrupted sleep, fixing it can lower inflammatory markers more than adding any supplement.

How Chronic Stress Fuels the Fire

Your body has a built-in system for managing inflammation: cortisol and other glucocorticoids act as natural brakes on your immune system’s inflammatory response. In a healthy person, when stress activates the immune system, glucocorticoid signaling rises to counter it and keep things in check.

Chronic stress breaks this system. Over time, constant stress exposure causes glucocorticoid resistance, where your cells stop responding normally to cortisol’s anti-inflammatory signals. The result: pro-inflammatory effects go unchecked, tipping the balance toward sustained, systemic inflammation. This is one reason why people under chronic psychological stress show elevated inflammatory markers even without an infection, injury, or poor diet. Stress reduction techniques like regular physical activity, meditation, time in nature, and strong social connections aren’t soft recommendations. Supplements That Have Evidence Behind Them

Curcumin

Curcumin is a potent anti-inflammatory compound, but your body barely absorbs it on its own. Taking it alongside piperine, a compound found in black pepper, increases its bioavailability by roughly 2,000%. Human trials show that doses between 1,125 and 2,500 mg of curcumin per day are safe and well tolerated. Studies have used doses as high as 8 grams daily for three months without toxicity, though most people don’t need that much. If you’re buying a curcumin supplement, look for one that includes piperine or uses another bioavailability-enhancing formulation. Without it, most of the curcumin passes through your system unused.

Putting It All Together

Inflammation isn’t caused by one thing, so it won’t be fixed by one thing. The people who see the biggest reductions in their inflammatory markers are the ones who stack several changes together: more plants on the plate, fewer processed foods, consistent moderate exercise, better sleep, and some form of ongoing stress management. If you want to track your progress objectively, ask your doctor for a baseline hsCRP test. Make changes for three to six months, then retest. A shift from the high-risk category (above 3.0 mg/L) toward the low-risk range (below 1.0 mg/L) is concrete evidence that what you’re doing is working at a biological level.
