How to Reduce Inflammation in the Body Naturally

Chronic, low-grade inflammation drives many of the conditions people worry about most: heart disease, type 2 diabetes, joint pain, and cognitive decline. The good news is that several lifestyle changes can measurably lower inflammatory markers in your body, and most of them cost nothing. The strategies with the strongest evidence behind them are diet, exercise, sleep, stress reduction, and gut health, roughly in that order of impact.

Eat More Plants, Fish, and Olive Oil

The single most powerful lever you have is what you eat every day. A Mediterranean-style diet consistently lowers C-reactive protein (CRP), the blood marker doctors use to gauge systemic inflammation. A reading below 2.0 mg/L is considered lower risk; above that threshold, your risk of heart attack climbs. Shifting your diet toward whole, plant-rich foods can move that number in the right direction within weeks.

The foods that do the heavy lifting fall into a few categories. Leafy greens like spinach, kale, and Swiss chard deliver polyphenols that neutralize the free radicals driving inflammatory chain reactions. Cruciferous vegetables (broccoli, cauliflower, Brussels sprouts) do the same. Berries, pomegranates, grapes, and tomatoes are especially rich in antioxidants. High-fiber foods like lentils, chickpeas, oats, quinoa, and whole fruits feed beneficial gut bacteria, which plays its own role in calming inflammation.

Fats matter enormously, but the type matters more than the amount. Extra-virgin olive oil contains a compound called oleocanthal that works through the same pathway as ibuprofen. Omega-3-rich fish (salmon, sardines, mackerel), walnuts, flaxseeds, and chia seeds all help lower CRP. On the flip side, refined seed oils, processed meats, added sugars, and white flour tend to push inflammation higher. You don’t need to eliminate them entirely, but making the Mediterranean-style foods the default rather than the exception is what produces results.

Move at a Moderate Intensity

Exercise triggers a short burst of inflammation that actually trains your body to become less inflamed at rest. During physical activity, your muscles release a signaling molecule that initially looks pro-inflammatory. Within hours, your body responds by flooding the system with anti-inflammatory compounds that bring levels back down and then some. Over time, this cycle recalibrates your baseline inflammatory state downward.

Intensity matters. High-intensity exercise (above roughly 64% of your maximum aerobic capacity) produces a stronger inflammatory spike followed by a stronger anti-inflammatory rebound. Moderate exercise (brisk walking, cycling, swimming at a conversational pace) produces a gentler version of the same effect without the immune-cell disruption that very intense sessions cause. For someone starting out or managing a chronic condition, moderate-intensity activity for 30 to 45 minutes most days is the sweet spot. The anti-inflammatory benefit builds with consistency over weeks and months, not from any single workout.

Prioritize Sleep Quality and Duration

Sleep deprivation raises inflammatory markers reliably and quickly. Even a single night of significantly shortened sleep can increase levels of interleukin-6, one of the key molecules your immune system uses to drive inflammation. Chronic short sleep, the kind many people normalize at five or six hours a night, keeps those markers elevated indefinitely.

The goal isn’t perfection. It’s consistent sleep of seven to eight hours in a dark, cool room with a relatively stable schedule. Your immune system operates on a circadian rhythm, and irregular sleep disrupts the timing of inflammatory signaling even if you technically get enough total hours. If you’re doing everything else right but sleeping poorly, you’re fighting the current.

Manage Stress at the Cellular Level

Chronic psychological stress keeps your body in a state of low-grade immune activation. Cortisol, the primary stress hormone, is actually anti-inflammatory in short bursts. But when stress becomes chronic, your cells grow resistant to cortisol’s calming signal, and pro-inflammatory pathways run unchecked.

Mindfulness meditation has some of the most concrete evidence here. Multiple randomized controlled trials have shown that mindfulness training reduces activity of NF-kB, a master switch inside your cells that turns on dozens of inflammatory genes. This effect has been demonstrated in healthy adults and in breast cancer survivors, suggesting it works across different levels of baseline inflammation. You don’t need to meditate for an hour. Programs showing measurable NF-kB reduction typically involve 20 to 30 minutes of daily practice over several weeks. Other stress-reduction practices like yoga, deep breathing, and time in nature likely work through similar pathways, though the direct gene-expression data is strongest for mindfulness.

Support Your Gut Bacteria

About 70% of your immune system sits in and around your gut, so the balance of bacteria living there directly influences how inflamed the rest of your body is. When the gut lining becomes permeable (sometimes called “leaky gut”), bacterial fragments slip into the bloodstream and trigger immune responses that show up as elevated CRP and other markers far from the digestive tract.

Probiotic supplementation can help. The most studied bacteria belong to the Lactobacillus family. One well-documented strain, Lactobacillus salivarius, has been associated with significant reductions in CRP, interleukin-6, and TNF-alpha in human trials. Lactobacillus casei has shown benefit specifically in people with rheumatoid arthritis. But supplements are only part of the picture. The fiber-rich foods from the Mediterranean diet (lentils, oats, apples, onions, garlic, leeks) act as fuel for beneficial bacteria already in your gut. A diverse, plant-heavy diet does more for your microbiome over time than any single supplement.

What About Curcumin Supplements?

Turmeric’s active compound, curcumin, has genuine anti-inflammatory properties, but the details are more nuanced than supplement marketing suggests. Curcumin is poorly absorbed on its own. Most of what you swallow passes through your digestive tract without reaching your bloodstream. Pairing it with piperine (the compound in black pepper) or using specially formulated versions designed for better absorption can help, but effective doses vary widely depending on the condition.

In clinical trials, 500 mg per day of a curcumin mixture reduced joint tenderness and swelling in people with rheumatoid arthritis as effectively as a standard anti-inflammatory drug over eight weeks. For post-surgical inflammation, 1,200 mg per day for five days reduced swelling and pain better than placebo. However, researchers at Oregon State University note that it remains unclear whether doses below 3,600 mg per day are biologically active for general anti-inflammatory purposes in healthy people. If you try curcumin, look for formulations designed for absorption and give it at least four to eight weeks before judging whether it’s working.

Intermittent Fasting: Less Promising Than Expected

Intermittent fasting gets a lot of attention as an anti-inflammatory strategy, but the human evidence is surprisingly weak. A comprehensive review of trials in people with obesity found that time-restricted eating (eating windows of four to ten hours per day) had no effect on CRP, TNF-alpha, or interleukin-6, even when participants lost 3 to 5% of their body weight. Alternate-day fasting showed a reduction in CRP only when weight loss exceeded 6%, and even then, TNF-alpha and interleukin-6 stayed unchanged.

In one striking example, participants who lost 7% of their body weight and reduced visceral fat by 24 to 29% over six months of alternate-day fasting still showed no change in interleukin-6. This suggests that any anti-inflammatory benefit from fasting comes from the weight loss itself, not from the fasting pattern. If intermittent fasting helps you eat less and lose weight, it may indirectly help. But as a targeted inflammation strategy, the current evidence doesn’t support it over simply improving what you eat.

Putting It Together

Inflammation isn’t caused by one thing, and it won’t be fixed by one thing. The people who see the biggest reductions in inflammatory markers are those who stack multiple changes: shifting toward a Mediterranean-style diet, exercising consistently at moderate intensity, sleeping seven-plus hours on a regular schedule, and practicing some form of stress management. Each of these interventions works through a different biological mechanism, which means their effects compound rather than overlap. You don’t need to overhaul your life overnight. Pick the area where you’re furthest from the goal and start there.
