Eastward travel is harder on your body than westward travel, and the reason is biological. Your internal clock runs on a cycle of roughly 24.2 hours, slightly longer than a full day, which means your brain naturally prefers to push bedtime later rather than earlier. Flying east forces you to do the opposite: fall asleep earlier and wake up earlier than your body expects. The good news is that a combination of timed light exposure, melatonin, meal scheduling, and pre-trip preparation can cut your adjustment time significantly.
Why Eastward Travel Is Harder
Your circadian rhythm is controlled by a cluster of cells in the brain that acts as a master clock. This clock doesn’t run on a perfect 24-hour cycle. It runs slightly slow, at about 24.2 hours, which gives your body a built-in tendency to delay, meaning it would rather stay up later and sleep in. Westward travel plays into that preference because you’re extending your day. Eastward travel fights it, requiring you to advance your clock and fall asleep before your body is ready.
This asymmetry is why a five-hour eastward flight (say, New York to London) can feel worse than a five-hour westward one. Your body adapts to eastward shifts at a rate of roughly one hour per day, so crossing five time zones might leave you feeling off for close to a week if you don’t intervene.
Start Shifting Your Schedule Before You Fly
The single most effective strategy is to begin moving your sleep and wake times earlier in the days before departure. Each morning, wake up an hour earlier than the day before and get bright light immediately. If you’re crossing five time zones, starting this process four or five days out gives your clock a meaningful head start.
At the same time, avoid bright light in the evening. Dim your screens, lower your home lighting, and consider wearing blue-light-filtering glasses in the hours before bed. You’re essentially telling your brain that the day is ending sooner than it thinks. This combination of morning light and evening darkness is the core mechanism for advancing your internal clock.
Not everyone has the flexibility to rearrange five days of their schedule, and that’s fine. Even two or three days of shifting gives you an advantage over doing nothing. The key is consistency: wake earlier, get light earlier, dim everything earlier.
Use Morning Light Strategically
Light is the most powerful signal your circadian clock responds to. Bright light in the roughly two-hour window around your wake-up time (about one hour before and one hour after) shifts your clock earlier by approximately one hour per day. That’s the rate at which your brain can realistically adjust.
Before your trip, this means getting outside or sitting near a bright window as soon as you wake. Overcast daylight is still far brighter than indoor lighting and works well. If you’re waking up before sunrise, a light therapy lamp can substitute.
Once you arrive at your destination, morning light becomes even more critical. Get outside as early as you can. Walk, eat breakfast outdoors, or just sit in direct sunlight. Equally important: avoid bright light in the late evening at your destination. If you expose your eyes to strong light at the wrong time, you can accidentally push your clock in the wrong direction, making the jet lag worse.
Time Your Melatonin Correctly
Melatonin is the hormone your brain releases in the evening to signal that sleep is approaching. Taking a small dose at the right time can nudge your clock forward, which is exactly what eastward travel requires.
The CDC recommends taking melatonin about 90 minutes before your target bedtime to assist the phase advance needed for eastward travel. The effective dose is lower than most people expect: 0.5 to 1 mg is often enough to produce a circadian shift. Higher doses (above 5 mg) aren’t recommended because as your body metabolizes the excess, melatonin can end up circulating at the wrong time of day, which undermines the whole point.
During your pre-trip adjustment phase, this means taking melatonin in the late afternoon or early evening, paired with dim light. Once you’ve arrived, take it 90 minutes before your desired bedtime in the new time zone. Melatonin works best as a clock-shifting tool, not a sedative. If you’re expecting it to knock you out like a sleeping pill, you’ll be disappointed. Its value is in telling your brain when nighttime begins.
Eat Breakfast on Destination Time
Your brain isn’t the only thing running on a clock. Your gut, liver, and other organs have their own peripheral clocks, and meal timing is one of the strongest signals that resets them. Research from Northwestern University found that eating a substantial breakfast aligned with the destination’s time zone can meaningfully speed up jet lag recovery.
The practical application is straightforward. Once you’re on the plane or have arrived, eat your first meal of the day when it’s morning at your destination, even if your body thinks it’s the middle of the night. Make it a real meal, not just a snack. Avoid eating large meals late at night in the new time zone, as this sends your peripheral clocks a conflicting signal and can deepen the misalignment between your body’s various timing systems.
If your flight is overnight (as most eastbound transatlantic flights are), skip the late-night airline snack service and wait for the breakfast service timed closer to morning at your destination.
What To Do on the Plane
Set your watch to your destination time zone as soon as you board. This sounds trivial, but it reframes every decision you make during the flight: when to sleep, when to eat, when to turn on the reading light.
Stay hydrated. Both caffeine and alcohol promote dehydration, which worsens the physical symptoms of jet lag (headaches, fatigue, sluggish digestion) and disrupts sleep quality. Water is your best option throughout the flight. If you rely on caffeine, use it only during the morning hours of your destination time zone and cut it off by early afternoon.
On a red-eye heading east, try to sleep during the portion of the flight that corresponds to nighttime at your destination. An eye mask, earplugs, and a reclined seat help, but don’t stress if you can’t sleep deeply. Even resting with your eyes closed in darkness sends a useful signal to your brain.
Nap Smart After Arrival
The temptation to collapse into bed at 2 p.m. after an eastbound overnight flight is real. A well-timed nap can help you get through the day, but a poorly timed one can delay your adjustment by keeping you up too late that night.
Keep naps under 20 minutes. A brief nap boosts alertness for a couple of hours without reducing your sleep pressure for the coming night. Set an alarm for 15 to 20 minutes. If you sleep longer and wake up around the one-hour mark, you’re likely to surface from deep sleep and feel significantly worse, a phenomenon called sleep inertia.
If you desperately need more than 20 minutes, aim for a full 90-minute cycle, which brings you back to a lighter stage of sleep and reduces grogginess on waking. Either way, avoid napping after mid-afternoon at your destination. The goal is to be tired enough to fall asleep at a reasonable local bedtime and lock in your new schedule.
Putting It All Together
A practical timeline for a five-time-zone eastward trip looks something like this. Four to five days before departure, start waking one hour earlier each day with immediate bright light exposure. Take 0.5 to 1 mg of melatonin in the early evening. Dim your lights and screens progressively earlier each night. On the plane, switch to destination time, hydrate, skip alcohol and caffeine, and try to sleep when it’s nighttime where you’re going. After landing, get outside in the morning light, eat a solid breakfast on local time, limit naps to 20 minutes, and take melatonin 90 minutes before your local bedtime.
No single trick eliminates jet lag entirely, but layering these strategies together can cut your recovery from nearly a week down to a day or two. The more time zones you’re crossing, the more each of these steps matters.
