The stiffness and tenderness you feel 12 to 72 hours after a tough workout is called delayed-onset muscle soreness, or DOMS. It’s a normal inflammatory response, not a sign of injury, and several proven strategies can reduce its severity and help you bounce back faster.
What Actually Causes Post-Workout Soreness
For years, the leading explanation was that exercise tears individual muscle fibers, and the damage causes pain. More recent research tells a different story. The soreness is driven primarily by inflammation in the connective tissue surrounding your muscle fibers (the extracellular matrix), rather than damage to the fibers themselves. What older studies interpreted as structural damage, like disrupted bands within muscle cells, now appears to be part of normal muscle remodeling and adaptation.
When you exercise, especially during movements where your muscles lengthen under load (think: the lowering phase of a squat or running downhill), your body sends a wave of immune cells to the area. Neutrophils arrive first, followed by macrophages, T cells, and mast cells. These cells release inflammatory molecules that stimulate pain receptors in the muscle, either directly or by triggering the release of nerve-sensitizing compounds from the muscle fibers. This process peaks roughly 24 to 48 hours after exercise, which is why you often feel worse the second day than the first.
The good news: this inflammation is the engine of adaptation. It’s how your muscles rebuild stronger. The goal isn’t to eliminate it entirely but to manage it so you can train consistently without excessive discomfort.
Move at Moderate Intensity the Next Day
Light to moderate activity the day after a hard session is one of the most effective ways to reduce soreness. Active recovery increases blood flow to sore muscles, helping clear inflammatory byproducts and deliver nutrients for repair.
Intensity matters. A study in the Journal of Strength and Conditioning Research compared cycling at 30% of heart rate reserve (very easy) versus 70% of heart rate reserve (moderate effort) after an eccentric exercise session. The moderate-intensity group experienced greater reductions in soreness and better strength recovery, likely because their elevated heart rate drove more blood through the damaged tissue. In practical terms, this means a 20- to 30-minute bike ride, swim, or brisk walk at a pace where you’re breathing harder but can still hold a conversation. Sitting on the couch all day is the least helpful option.
Cold Water vs. Hot Water Immersion
Cold plunges have become a recovery ritual, but the evidence is more nuanced than social media suggests. Cold water immersion at around 59°F (15°C) does reduce perceived soreness by constricting blood vessels and temporarily numbing pain receptors. However, research from the American Physiological Society found that hot water immersion at around 104°F (40°C) was actually better at maintaining exercise performance afterward.
Cold water may blunt the inflammatory signals your body needs for long-term adaptation. If your priority is feeling less sore right now, a cold plunge can help. If your priority is building muscle and strength over time, hot water or contrast showers (alternating warm and cool) may be the smarter choice. Either way, keep sessions to 10 to 15 minutes.
Foods and Drinks That Speed Recovery
What you eat in the hours and days after a workout directly affects how quickly inflammation resolves. Protein is the obvious starting point: 20 to 40 grams within a couple hours of training gives your muscles the amino acids they need to rebuild. Beyond that, certain plant compounds act as natural anti-inflammatories.
Tart cherry juice is the most studied option. Doses of 240 to 480 mL (roughly 8 to 16 ounces) daily have been shown to reduce markers of muscle damage and perceived soreness. It’s rich in anthocyanins, pigments that help regulate the same inflammatory pathways activated by exercise. Drinking it both before and after training appears to be more effective than post-workout alone.
Curcumin, the active compound in turmeric, works through a similar mechanism. A systematic review found that 150 to 1,500 mg per day, taken before exercise and continued for up to 72 hours afterward, reduced muscle damage and inflammation enough to measurably improve recovery. The wide effective dose range means even a modest daily supplement can help, though curcumin absorbs poorly on its own. Look for formulations that include black pepper extract or fat-based delivery systems to improve absorption.
Omega-3 fatty acids from fish, walnuts, or supplements also support recovery by helping resolve inflammation rather than just suppressing it. And don’t overlook the basics: staying well-hydrated and eating enough total calories prevents your body from falling behind on repair.
Massage Guns and Foam Rolling
Percussive therapy (massage guns) and foam rolling both work by increasing local blood flow and temporarily reducing muscle stiffness. A systematic review in the International Journal of Sports Physical Therapy found that a single session of percussive therapy can acutely improve range of motion and reduce pain perception. Most studies used treatment times of 5 to 10 minutes per muscle group.
For ongoing soreness, multiple sessions over one to four weeks produced more consistent results. You don’t need to go hard. Moderate pressure on sore areas for a few minutes is enough. Pressing a massage gun into already-inflamed tissue at maximum intensity can increase irritation rather than relieve it. Foam rolling follows the same principle: slow, controlled passes over the sore muscle for 60 to 90 seconds per area, repeated daily until soreness fades.
Compression Garments
Wearing compression tights, sleeves, or socks after training applies sustained pressure that supports venous blood flow back toward the heart and reduces fluid buildup in sore muscles. Garments in the 15 to 20 mmHg range are effective for general recovery. Higher compression (20 to 30 mmHg) is typically reserved for more intense recovery needs or athletes with specific circulatory concerns.
The benefits are modest but real: slightly less swelling, slightly less perceived soreness, and potentially faster restoration of muscle function. Wearing them for a few hours after training or overnight is the most common approach. Pneumatic compression boots, which inflate and deflate in cycles, offer a more aggressive version of the same principle and are increasingly available at recovery studios.
Sleep and Stress Management
Your body does the bulk of its muscle repair during deep sleep, when growth hormone release peaks. Consistently getting fewer than seven hours limits this repair window and amplifies the perception of pain. If you’re doing everything else right but sleeping poorly, you’ll stay sore longer.
Chronic stress compounds the problem. Elevated stress hormones slow tissue repair and increase systemic inflammation, making the normal post-exercise inflammatory response feel worse and last longer. Recovery isn’t just about what you do after the gym. It’s about the other 22 hours of your day.
When Soreness Is Something More Serious
Normal DOMS peaks between 24 and 72 hours after exercise and gradually fades over the next few days. It makes muscles feel stiff and tender but doesn’t prevent you from using them. Rhabdomyolysis, a rare but dangerous condition where muscle tissue breaks down rapidly, can mimic severe DOMS but carries very different risks.
The warning signs, according to the CDC: muscle pain that is significantly more severe than you’d expect from the workout, dark tea- or cola-colored urine, and unusual weakness or inability to complete physical tasks you could previously handle. Symptoms can appear hours or even days after the triggering exercise. The only reliable way to diagnose rhabdomyolysis is a blood test measuring creatine kinase levels. Urine tests are unreliable because the relevant protein clears the body too quickly. If your soreness feels disproportionate to what you did, especially after a new or unusually intense workout, get the blood test rather than waiting it out.
