Fluid buildup in the legs, known as peripheral edema, happens when excess fluid leaks from tiny blood vessels into the surrounding tissue. The good news: most cases respond well to a combination of elevation, movement, compression, and dietary changes. The approach that works best depends on what’s causing the swelling in the first place.
Why Fluid Collects in Your Legs
Fluid stays balanced in your tissues through a careful equilibrium of pressure inside and outside your blood vessels. When that balance tips, fluid seeps out faster than it can drain back. This can happen through several mechanisms: increased pressure inside the veins (from standing all day, pregnancy, or heart failure), weakened vein valves that let blood pool, low protein levels in the blood that reduce the vessels’ ability to hold onto fluid, or sluggish lymphatic drainage that can’t keep up with the leak.
When you press a swollen area and it leaves a temporary dent, that’s called pitting edema, and it’s typically linked to vein problems, heart issues, or prolonged sitting and standing. If the swelling feels firm and doesn’t indent easily, it may involve the lymphatic system or a thyroid condition. This distinction matters because the underlying cause shapes which removal strategies will help most.
Elevate Your Legs Above Your Heart
Elevation is the simplest and most immediately effective way to move fluid out of your legs. Gravity works against you all day while you’re upright, so reversing that equation gives fluid a path back toward your core. The key detail most people get wrong: your legs need to be above heart level, not just propped on an ottoman. Lying on your back with your legs resting on a stack of pillows or against a wall works well.
Aim for about 15 minutes per session, three to four times a day. Many people notice visible reduction in swelling after even one session, though consistent daily practice produces the best results over time.
Use Compression to Keep Fluid Moving
Compression stockings apply graduated pressure to your legs, tightest at the ankle and gradually loosening toward the knee or thigh. This external squeeze helps push fluid upward and prevents it from pooling again after you’ve elevated.
Compression garments come in a range of pressure levels measured in mmHg. Lighter options (15 to 20 mmHg) work well for mild swelling from long days on your feet or travel. Moderate compression (20 to 30 mmHg) is the most commonly recommended range for ongoing edema. Higher pressures (30 to 40 mmHg and above) are typically reserved for more severe swelling or lymphatic conditions and usually require a fitting from a healthcare provider. Put compression stockings on first thing in the morning before swelling has a chance to build up during the day.
Activate Your Calf Muscles
Your calf muscles act as a pump for your veins. Every time they contract, they squeeze blood and fluid upward toward your heart. When you sit or stand still for hours, that pump shuts off, and fluid accumulates. Even small, repetitive movements can restart it.
Ankle pump exercises are one of the most studied and practical options. While seated or lying down, flex your foot up toward your shin, then point it away from you. A systematic review of the research found that performing these pumps at a pace of one every three to four seconds was the most effective frequency for improving blood flow in the lower legs. You don’t need a dedicated workout. Do a few minutes of ankle pumps every hour or so, especially during long periods of sitting. Walking, even short distances, activates the same calf pump mechanism and is one of the best daily habits for preventing fluid buildup.
Try Manual Lymphatic Drainage
Manual lymphatic drainage is a specific massage technique designed to guide trapped fluid toward your lymph nodes, where it can re-enter your bloodstream. It’s very different from a standard massage. The pressure should be extremely light, just enough to gently stretch the skin. Firm or deep pressure actually blocks lymph flow rather than helping it.
The direction of your strokes matters. Always work toward the core of your body, following this general sequence:
- Start at the top. Begin by gently stroking the groin area toward your belly to clear the lymph nodes there and make room for incoming fluid.
- Thigh. Use light, upward strokes from the knee toward the groin, stretching the skin toward the stomach.
- Knee. On the inner side of the knee, stretch the skin gently upward toward the thigh.
- Lower leg. Starting below the knee, pull the skin lightly upward toward the thigh.
- Foot and ankle. Place your hands under the ankle bones and stretch the skin up toward the leg. Then work the top of the foot from the toes toward the ankle.
The logic is counterintuitive: you clear the area closest to your core first so there’s somewhere for the fluid to go as you work your way down. Each area gets about 10 to 15 gentle repetitions. A trained lymphedema therapist can teach you the full technique for home use.
Cut Back on Sodium
Sodium makes your body retain water, and that extra water has to go somewhere. For many people, it settles in the legs. Reducing your sodium intake is one of the most effective long-term strategies for managing fluid retention.
Most major health organizations recommend keeping sodium under 2,000 mg per day if you’re dealing with fluid retention or heart-related swelling. For context, a single fast-food meal can easily contain 1,500 mg or more. The biggest sources aren’t the salt shaker on your table. They’re processed foods, canned soups, deli meats, sauces, and restaurant meals. Reading nutrition labels and cooking more meals at home gives you the most control. Increasing your potassium intake through foods like bananas, sweet potatoes, and leafy greens can help counterbalance sodium’s fluid-retaining effects.
Prescription Diuretics
When lifestyle changes aren’t enough, doctors often prescribe diuretics, sometimes called “water pills.” These medications work by telling your kidneys to flush out more sodium and water through urine, which reduces the total volume of fluid in your body and, by extension, the swelling in your legs.
Different types of diuretics act on different parts of the kidney, and doctors choose based on how severe the fluid retention is and what’s causing it. The most powerful type works on a structure called the loop of Henle, where the majority of sodium reabsorption happens. Milder options target other segments of the kidney and are sometimes added on top of the stronger type when swelling is stubborn. Some diuretics also help your body hold onto potassium, which other types tend to deplete.
Diuretics can be remarkably effective, but they require monitoring. Your doctor will likely check your kidney function and electrolyte levels periodically, and you may need to adjust your fluid intake while taking them.
Natural Diuretic Options
Dandelion leaf extract is one of the few herbal remedies with actual human data behind it. A pilot study of 17 volunteers found that dandelion leaf extract significantly increased both the frequency of urination and the volume of urine output within five hours of the first dose. The effect was also significant after the second dose but wore off by the third. It’s a small study, and the evidence is preliminary, but it does suggest a real, measurable diuretic effect. Notably, animal research has found that the leaf is a stronger diuretic than the root, so look for leaf-based products if you want to try it.
Other commonly mentioned natural diuretics include parsley, hibiscus tea, and green tea, though these have less robust evidence. Keep in mind that natural diuretics are far milder than prescription options and are unlikely to make a meaningful difference in moderate to severe edema.
Clothing and Footwear That Make It Worse
Tight clothing around your waist and thighs can restrict blood flow from your legs back to your heart. Tight belts are a common culprit. When venous return is impaired, blood pools in the lower extremities, increasing pressure and driving more fluid into the tissues. Skinny jeans, tight waistbands, and even compression garments that are too tight in the wrong places (like the top band of a knee-high stocking that digs in) can all worsen swelling. Choose clothing that fits comfortably around the waist, hips, and upper thighs, especially if you’ll be sitting for long periods.
When Leg Swelling Is an Emergency
Most leg swelling is gradual, affects both legs, and responds to the strategies above. But swelling that appears suddenly in one leg deserves immediate attention. A blood clot in a deep vein, known as DVT, causes swelling along with pain or cramping (often starting in the calf), skin that turns red or purple, and warmth in the affected leg. DVT can sometimes produce no noticeable symptoms at all, which makes it especially dangerous.
The most serious complication is a pulmonary embolism, where the clot breaks free and travels to the lungs. Warning signs include sudden shortness of breath, chest pain that worsens with deep breaths or coughing, dizziness or fainting, a rapid pulse, and coughing up blood. Any of these symptoms require emergency care.
