Most adults need seven or more hours of sleep per night, but consistently getting there requires more than just going to bed earlier. Sleeping longer means falling asleep faster, waking up less often during the night, and staying asleep through the early morning hours. Each of those problems has a different fix, and stacking several small changes together tends to produce the biggest improvement.
Why You Keep Waking Up Too Early
Your brain tracks how long you’ve been awake by letting a chemical called adenosine build up throughout the day. The longer you’re awake, the more adenosine accumulates, and the stronger your urge to sleep becomes. Once you fall asleep, your brain clears adenosine gradually, which is one reason sleep feels less “sticky” in the later hours of the night. If something disrupts you during that lighter phase, whether it’s light, noise, a full bladder, or a spike in body temperature, you’re much more likely to wake up and stay up.
That’s why sleeping longer isn’t just about willpower or setting an earlier bedtime. It’s about removing the things that pull you out of sleep in those vulnerable later hours.
Keep Your Bedroom Cool and Dark
Your core body temperature drops naturally as you fall asleep and stays low through the night. A warm room fights that process. The Cleveland Clinic recommends keeping your bedroom between 60 and 67°F (15 to 19°C). If you’re consistently waking at 4 or 5 a.m., an overly warm room could be the reason, since your body’s temperature begins rising toward morning and a hot environment accelerates that shift.
Light matters just as much. Your body produces melatonin in darkness, and even small amounts of light can suppress that production. Blackout curtains block streetlights and early sunrise from cutting your sleep short. If curtains aren’t an option, a well-fitting sleep mask works. The goal is complete darkness from the moment you close your eyes until your alarm goes off.
Lock In a Consistent Wake Time
This is the single most powerful lever for sleeping longer, and it’s counterintuitive: to sleep more, start by anchoring your wake-up time. Getting up at the same time every day, including weekends, trains your circadian clock to consolidate sleep into a predictable block. When your wake time drifts by an hour or two on weekends, your internal clock shifts with it, making it harder to fall asleep on Sunday night and harder to stay asleep through the week.
Morning sunlight reinforces this. Bright light in the first hour after waking shifts your internal clock earlier, which means you’ll feel sleepy earlier in the evening. Research from the National Institute for Occupational Safety and Health estimates that consistent morning light exposure can shift your sleep timing by about one hour per day. Even 15 to 20 minutes of outdoor light shortly after waking makes a noticeable difference within a few days.
Watch What You Drink and When
Caffeine has a half-life of roughly five to six hours, meaning half of it is still active in your system long after you finish your coffee. A 2024 clinical trial published in the journal SLEEP found that a single large coffee (about 400 mg of caffeine) reduced deep sleep by nearly 30 minutes when consumed just four hours before bed, and still cut 15 to 20 minutes of deep sleep when consumed eight to twelve hours before bed. A smaller dose, around 100 mg (one regular cup), was tolerable up to four hours before bed. If you’re drinking multiple cups of coffee, your cutoff point needs to be earlier in the day, potentially before noon.
Alcohol is a different problem. It acts as a sedative in the first half of the night, which is why a drink before bed can make you feel like you’re falling asleep faster. But as your body metabolizes the alcohol, sleep becomes fragmented. During the second half of the night, wakefulness and transitions between sleep stages increase significantly. The result is that you wake up earlier than you should and can’t get back to sleep. Even one or two drinks within a few hours of bedtime can shorten your total sleep by disrupting those later hours.
Time Your Last Meal
Eating too close to bedtime forces your digestive system to stay active when it should be winding down. The National Sleep Foundation recommends finishing a light dinner two to three hours before bed. Heavy, rich, or spicy meals need even more buffer time. If you get hungry close to bedtime, a small snack is fine, but a full meal within an hour or two of sleep can cause discomfort, acid reflux, or enough metabolic activity to fragment your night.
Spend Less Time in Bed (To Sleep More)
If you’re lying in bed for nine hours but only sleeping six, your brain starts associating the bed with wakefulness. This is one of the core ideas behind cognitive behavioral therapy for insomnia, the most effective long-term treatment for sleep problems. Two techniques from this approach are especially useful for people trying to sleep longer.
The first is stimulus control: use your bed only for sleep. No scrolling, no reading, no watching TV. If you can’t fall asleep within 15 to 20 minutes, get up, go to another room, and do something quiet until you feel sleepy again. This retrains your brain to associate the bed with sleep rather than frustration.
The second is sleep restriction. It sounds harsh, but the idea is to match your time in bed to the amount you’re actually sleeping. If you’re only sleeping six hours, you limit yourself to six hours in bed. As your sleep becomes more efficient and consolidated, you gradually extend your time in bed by 15 to 30 minutes. This builds genuine sleep pressure and helps you sleep through the night rather than lying awake in fragments. Most people see improvement within two to four weeks.
Consider Magnesium
Magnesium is one of the few supplements with reasonable evidence behind it for sleep. It plays a role in the nervous system pathways that help your body relax. Mayo Clinic recommends 250 to 500 milligrams taken as a single dose at bedtime, with magnesium glycinate as a good option since it’s gentler on the stomach than other forms. It’s not a sedative and won’t knock you out, but over a few months of nightly use, many people notice they fall asleep more easily and stay asleep longer. Give it at least three months of consistent use before deciding whether it’s helping.
Build a Wind-Down Buffer
Your brain can’t shift from high-stimulation activity to sleep instantly. The 30 to 60 minutes before bed should involve progressively less stimulating activity: dimming lights, putting screens away, and doing something low-key like stretching, reading a physical book, or listening to calm music. Bright screens are particularly problematic because they emit light at wavelengths that suppress melatonin production right when you need it most.
This isn’t about creating an elaborate ritual. It’s about giving your brain a clear signal that the day is over. Over time, that signal becomes automatic, and falling asleep stops being something you have to try to do.
