Your body needs to drop in temperature to fall asleep, and a hot room fights that process at every step. The ideal bedroom temperature for sleep is 60 to 67°F (15 to 19°C), but on sweltering nights you may not have air conditioning, or it may not be enough. The good news: a combination of simple cooling strategies can close the gap between your actual room temperature and what your body needs.
Why Heat Wrecks Your Sleep
Sleep onset is tightly linked to your core body temperature. Your brain is most likely to initiate sleep when your core and brain temperatures are in their steepest rate of decline. That’s the natural pattern every evening: your internal thermostat dips, blood vessels in your hands and feet dilate to release heat through your skin, and you get drowsy. When the air around you is too warm, that heat has nowhere to go. Your body can’t shed it fast enough, and the signal to sleep never fully arrives.
The disruption doesn’t stop once you drift off. Transitions into the deepest stages of sleep require continued cooling, while waking up or shifting into lighter, dream-heavy sleep stages involves blood vessel constriction and brain warming. A hot bedroom essentially nudges your body toward those lighter, less restorative phases all night long.
Take a Warm Shower, Not a Cold One
This sounds backward, but a warm shower one to two hours before bed is one of the most effective ways to cool down for sleep. Warm water draws blood to the surface of your skin, especially to your hands and feet. Once you step out, that blood rapidly releases heat into the cooler air, and your core temperature drops faster than it would on its own. Sleep researchers call this the “warm bath effect,” and studies show it decreases the time it takes to fall asleep while increasing the amount of deep sleep you get.
Cold showers do the opposite of what you’d expect. Cold water raises levels of cortisol and norepinephrine, both of which boost alertness. You might feel refreshed for a few minutes, but your body responds to the cold by constricting blood vessels and trapping heat inside, exactly what you don’t want at bedtime.
Cool Your Pulse Points
If you’re already in bed and overheating, target your pulse points: the neck, wrists, inner elbows, and behind the knees. These are spots where blood vessels sit close to the skin’s surface. Placing a cold washcloth, damp towel, or ice pack wrapped in fabric on these areas cools the blood flowing through them. That cooler blood then circulates back through your core, lowering your overall body temperature within minutes. A frozen water bottle at the foot of the bed works on the same principle, cooling the blood near your ankles and feet.
Set Up Your Fan the Right Way
A fan blowing directly on you helps with evaporative cooling from your skin, but strategic placement makes a much bigger difference to actual room temperature.
During the hottest part of the day, position a fan to draw air in through whichever window is most shaded, ideally one blocked by trees or an overhang. Once evening arrives and outdoor temperatures drop below your indoor temperature, switch to cross ventilation: place one fan at a window on one side of your home pulling cool air in, and another fan at a window on the opposite side pushing warm air out. This creates a wind-tunnel effect that can flush a full day’s worth of trapped heat in minutes.
Hot air rises, so if your windows are at different heights, use the higher one as your exhaust point and the lower one as your intake. This takes advantage of the natural tendency of warm air to climb, pulling it out more efficiently.
Choose Bedding That Releases Heat
Your sheets and mattress can either help or sabotage every other cooling effort you make. Traditional memory foam is one of the worst offenders. Its dense structure traps body heat against you all night. Gel-infused versions improve on this somewhat, but hybrid mattresses with an inner coil system allow far more air circulation and are a better choice if you consistently sleep hot.
For sheets, the fabric matters more than the thread count. Tightly woven or blended cotton can hold heat against your body despite cotton’s reputation for breathability. Bamboo viscose is a strong alternative: it wicks moisture away from skin and dries quickly, letting heat escape rather than accumulate. Linen is another reliable hot-weather option because of its loose, open weave. Whatever you choose, go with a single thin layer rather than a heavy comforter. Even pulling just a flat sheet over your legs can be enough to maintain the slight sense of cover most people need to feel comfortable falling asleep.
Try the Egyptian Method
This old technique is simple and surprisingly effective on the worst nights. Soak a large towel in cold water, then either run it through a washing machine spin cycle or wring it out thoroughly by hand. You want it damp to the touch, not dripping. Lay the towel on your bed over a mattress protector, lie on top of it, and cover yourself with a thin dry sheet. The damp towel provides immediate contact cooling, and as the water evaporates, it generates cool air around your body. Adding a fan amplifies the effect by speeding up evaporation. It’s not glamorous, but on a night when nothing else is working, evaporative cooling directly against your skin can be the difference between sleeping and staring at the ceiling.
Stay Hydrated Without Overdoing It
You lose more water through sweat on hot nights than you might realize, and going to bed even mildly dehydrated sets off a chain of problems. Dry mouth, headaches, and muscle cramps all become more likely, and each one can pull you out of sleep. Poor sleep then makes dehydration worse: disrupted sleep interferes with the release of a hormone that tells your kidneys to retain water, so your body expels fluid it would otherwise hold onto. This can create a feedback loop where low hydration and bad sleep keep reinforcing each other.
Drink water steadily through the evening rather than downing a large glass right before bed, which just means a 3 a.m. bathroom trip. Keep a small glass of water on your nightstand. If you’re sweating heavily at night, adding a pinch of salt or an electrolyte tablet to your last glass of water helps your body actually retain the fluid instead of flushing it through.
Other Small Adjustments That Add Up
Sleep in as little clothing as possible, or choose loose, lightweight fabrics. Tight or synthetic sleepwear traps heat against your skin. If you share a bed, consider separate lightweight blankets so your partner’s body heat doesn’t compound the problem under one shared cover.
Move your sleeping position lower if you can. Heat rises, so the floor of a room can be several degrees cooler than bed height. A mattress pad or camping mat on the floor of your coolest room is a pragmatic option during a heat wave. Close blinds and curtains on sun-facing windows during the day to keep solar heat from building up in the room hours before you need to sleep in it. Even cooking with the oven adds significant heat to a small home, so cold meals or outdoor grilling on the hottest days keep your indoor baseline lower.
For babies and toddlers, the target range is a bit narrower and warmer: 65 to 70°F. A room thermometer near the crib takes the guesswork out, since infants can’t tell you they’re too warm and are less efficient at regulating their own temperature.
