You can speed up your metabolism, but most of the popular tricks people talk about online produce tiny effects. The strategies that actually move the needle are building muscle, staying physically active throughout the day, eating enough protein, and exercising at high intensities. Everything else, from spicy food to ice baths, adds up to maybe a few dozen extra calories at best.
Before diving into what works, it helps to know what you’re actually trying to change. Your metabolism isn’t one thing. It’s a combination of your resting metabolic rate (calories burned just keeping you alive), the energy cost of digesting food, and all the calories you burn through movement, both intentional exercise and everyday activity like walking, fidgeting, and standing.
Build More Muscle
Muscle tissue is more metabolically active than fat. Each pound of muscle burns roughly 6 to 10 calories per day at rest, compared to about 2 calories per pound of fat. That sounds modest, and it is on a per-pound basis. But adding 10 to 15 pounds of muscle over a year or two of consistent strength training can raise your resting calorie burn by 60 to 150 calories per day, every day, without any extra effort.
This is the single most reliable long-term strategy for raising your baseline metabolism. Muscle doesn’t just burn calories at rest. It also increases the energy cost of every movement you make, from climbing stairs to carrying groceries. Strength training two to four times per week, progressively increasing the weight or resistance over time, is the most direct path to this effect.
Eat More Protein
Your body spends energy digesting food, a process called the thermic effect of food. Not all macronutrients cost the same to process. Protein requires 15 to 30% of its calories just to be digested and absorbed. Carbohydrates require 5 to 10%, and fats require 0 to 3%. So if you eat 200 calories of chicken breast, your body might use 30 to 60 of those calories just breaking it down. The same 200 calories from butter? Almost all of it gets absorbed.
This doesn’t mean you should eat nothing but protein. But shifting your diet to include more protein at each meal, think eggs, fish, lean meat, legumes, or Greek yogurt, can meaningfully increase the total calories your body burns through digestion over the course of a day. Protein also helps preserve muscle mass, which circles back to the resting metabolism benefit above.
Try High-Intensity Interval Training
All exercise burns calories, but high-intensity interval training creates a larger “afterburn” effect compared to steady-pace cardio. After intense exercise, your body continues consuming extra oxygen to recover, repair tissue, and restore its normal state. This elevated calorie burn can last for hours after you stop exercising.
Research comparing interval workouts to continuous exercise at the same overall energy expenditure consistently finds that intervals produce a significantly greater afterburn. One study measured post-exercise oxygen consumption over three hours and found the interval group used more than double the oxygen of the continuous exercise group (10.5 liters vs. 4.8 liters). That translates to additional calories burned while you’re sitting on the couch afterward.
You don’t need to do HIIT every day. Two or three sessions per week, alternating short bursts of all-out effort with recovery periods, is enough to capture this effect. Sprints, cycling intervals, rowing, or even bodyweight circuits all work.
Move More Outside of Exercise
The calories you burn through non-exercise movement, things like walking, cooking, taking the stairs, pacing during phone calls, and even fidgeting, can vary by hundreds of calories per day between people. This category of energy expenditure is one of the biggest variables in total daily calorie burn, and it’s almost entirely under your control.
Standing desks get a lot of attention, but the data is underwhelming on their own. Standing burns about 88 calories per hour compared to 80 while sitting, a difference of roughly 8 calories per hour. That’s not nothing over an eight-hour workday, but it’s not transformative either. The real wins come from walking more, taking frequent movement breaks, doing chores, and generally avoiding long unbroken stretches of sitting. People who naturally move a lot throughout the day can burn several hundred more calories than sedentary individuals, even without formal exercise.
Caffeine Gives a Small But Real Boost
A standard cup of coffee (roughly 100 mg of caffeine) increases your resting energy expenditure by about 3 to 4%. For someone burning 1,500 calories per day at rest, that’s an extra 45 to 60 calories. It’s not dramatic, but it’s measurable, and most people are already drinking coffee anyway.
The effect lasts a few hours per dose and diminishes as your body builds tolerance with regular use. Caffeine also slightly increases fat oxidation, meaning a higher proportion of the calories you burn come from fat stores. Green tea contains both caffeine and compounds that may have a similar but smaller effect.
Cold Exposure: Real But Impractical
Your body does burn extra calories when exposed to cold. This happens partly through shivering and partly through activation of brown fat, a special type of fat tissue that generates heat. A study published in the Proceedings of the National Academy of Sciences found that cold exposure (using a cooling vest set to about 57°F) increased energy expenditure by an average of 79 calories per day.
That’s a real effect, but consider the context: subjects wore a cooling vest in a 68°F room for an extended period to achieve it. Cold showers, ice baths, and turning down the thermostat will activate some of this response, but the calorie burn is modest compared to the discomfort involved. Cold exposure has other potential benefits for recovery and mood, but it’s not a practical metabolism hack for most people.
Water Can Help Slightly
A small study from 2003 found that drinking about two cups of room-temperature water (around 71°F) increased metabolic rate by 30% in the participants, though the effect was temporary. The body expends energy warming the water and processing it. Drinking adequate water throughout the day supports all metabolic processes, and there’s some evidence that many people run mildly dehydrated, which can dampen metabolic efficiency. It’s a free, easy habit with essentially no downside.
Spicy Food Is Mostly Hype
Capsaicin, the compound that makes chili peppers hot, is frequently cited as a metabolism booster. The research tells a more sobering story. A controlled study in PLOS ONE gave participants capsaicin with every meal (about 7.68 mg per day, spread across three meals) and measured total energy expenditure. The result: no statistically significant increase in calories burned compared to a control group. Earlier studies had shown small effects, but the evidence overall is weak. Enjoy spicy food if you like it, but don’t count on it to change your metabolic rate.
Your Metabolism Doesn’t Slow Down When You Think
Many people blame weight gain in their 30s and 40s on a slowing metabolism, but a landmark 2021 study analyzing data from more than 6,600 people across 29 countries found that metabolic rate stays remarkably stable from your 20s through your 50s. The real decline doesn’t begin until after age 60, and even then it’s gradual, about 0.7% per year. By your 90s, you need about 26% fewer calories than in midlife, but the drop between 25 and 55 is essentially negligible.
What does change in your 30s and 40s is activity level and muscle mass. People tend to move less, exercise less intensely, and gradually lose muscle. These are all reversible factors. If your metabolism feels slower than it used to be, the most likely explanation isn’t aging. It’s that you’re less active and carrying less muscle than you were a decade ago.
What Actually Adds Up
If you combine the strategies that have the strongest evidence, the math starts to look meaningful. Ten extra pounds of muscle might add 70 to 100 calories per day. A higher-protein diet could increase your thermic effect of food by another 50 to 100 calories. Walking more and staying active throughout the day could add 200 or more. Two or three HIIT sessions per week contribute extra afterburn calories. Coffee adds another 40 to 60. None of these individually is dramatic, but together they can shift your daily energy balance by 400 to 500 calories, which is substantial over weeks and months.
The unsexy truth is that the most effective way to “speed up your metabolism” is also the most obvious: build muscle, move more, eat enough protein, and exercise with intensity. The shortcuts and hacks are mostly rounding errors.
