How to Stop a Stuffy Nose at Night for Better Sleep

A stuffy nose almost always feels worse at night, and that’s not your imagination. When you lie down, gravity stops helping mucus drain from your sinuses, and blood pools in the vessels lining your nasal passages, causing them to swell. Your body also produces less of its natural anti-inflammatory hormones while you sleep, which lets nasal tissues puff up further. The good news: a handful of simple interventions can make a real difference before and during sleep.

Why Congestion Gets Worse at Night

During the day, gravity pulls mucus downward and keeps blood flowing away from your nasal lining. The moment you recline, that advantage disappears. Blood fills the small vessels inside your nose, the tissue swells, and your airway narrows. This is called positional congestion, and it happens to everyone, not just people who are sick.

On top of that, your body’s cortisol levels, which help keep inflammation in check, dip to their lowest point in the late evening and early overnight hours. Histamine, the chemical behind allergic swelling, tends to rise during that same window. The result is a one-two punch: more inflammatory signaling and less of the hormone that normally tamps it down. If you already have a cold, allergies, or sinus irritation, nighttime amplifies every symptom.

Elevate Your Head

The simplest fix targets gravity directly. Sleeping with your head raised encourages mucus to drain downward rather than pooling in your sinuses. A wedge pillow works best because it lifts your entire upper body at a gentle angle, keeping your neck and spine aligned. Stacking two or three regular pillows can also help, though they tend to shift during the night. Even a modest elevation, just enough that your head sits clearly above your chest, reduces the pressure that makes congestion feel so intense when you’re flat on your back.

Set Your Bedroom Humidity Right

Dry air pulls moisture from your nasal lining, leaving it irritated and swollen. A humidifier in the bedroom adds moisture back and can noticeably ease breathing. The target range is 30% to 50% humidity. Below 30%, your mucous membranes dry out. Above 50%, you risk creating the damp conditions that encourage dust mites, mold, and bacteria to thrive, all of which can make congestion worse over time.

A simple hygrometer (available for a few dollars at any hardware store) lets you monitor the level. If you use a humidifier, clean it every few days to prevent mold from growing in the water tank. Cool-mist models and warm-mist models work equally well for congestion; the key is keeping the humidity in that sweet spot.

Rinse With Saline Before Bed

Flushing your nasal passages with salt water right before bed clears out mucus, allergens, and irritants so you start the night with open airways. You can use a squeeze bottle, neti pot, or pre-filled saline spray.

Saline rinses come in two concentrations. Isotonic saline (0.9% salt) matches your body’s own fluid balance and is gentle enough for daily use. Hypertonic saline (around 2% to 3% salt) pulls extra water out of swollen tissue, which more effectively reduces the puffiness inside your nose. In clinical comparisons, hypertonic rinses produced significantly less mucosal swelling than isotonic ones. Hypertonic solutions can sting slightly, especially if your nasal lining is already raw, so start with isotonic if you’re new to rinsing and move up if you need more relief.

Always use distilled, sterile, or previously boiled water. Tap water can contain organisms that are safe to drink but dangerous when introduced directly into your sinuses.

Reduce Allergens in the Bedroom

If your congestion is worst in the morning or follows a seasonal pattern, allergens in your sleep environment are a likely contributor. Dust mites live in mattresses, pillows, and bedding and produce proteins that trigger nasal swelling in sensitive people. Washing sheets and pillowcases weekly in hot water (at least 130°F) kills mites and removes their waste. Vacuuming the mattress and keeping pets out of the bedroom also lowers your overnight allergen exposure.

Dust mite-proof mattress and pillow encasements are widely sold, but a large Cochrane review found that encasements alone, without other allergen-reduction steps, are unlikely to produce a noticeable improvement in symptoms. They work best as part of a broader approach: frequent washing, lower humidity, and removing carpet or heavy drapes near the bed where dust collects.

Use Decongestant Sprays Carefully

Over-the-counter nasal decongestant sprays (the kind containing oxymetazoline or phenylephrine) shrink swollen blood vessels in your nose within minutes. They can be a lifesaver on the worst nights of a cold. But there’s a hard limit: three consecutive days. Beyond that, the spray can trigger rebound congestion, a condition called rhinitis medicamentosa, where the nasal lining swells more than it did before you started using the spray. At that point, you feel stuffier without the spray than you ever did with the original cold, and the cycle becomes difficult to break.

For longer-term relief, a steroid nasal spray (available over the counter in many countries) reduces inflammation without the rebound risk. These sprays take a few days of regular use to reach full effect, so they’re better suited for ongoing congestion from allergies or chronic sinus issues than for a single bad night.

Try a Warm Compress or Steam

Moist heat loosens thick mucus and soothes inflamed tissue. A warm, damp washcloth draped across your nose and cheeks for five to ten minutes before bed can ease sinus pressure. Alternatively, standing in a hot shower or leaning over a bowl of steaming water (with a towel tented over your head) delivers warm, humid air directly into your nasal passages. The relief is temporary, usually lasting 30 to 60 minutes, but that’s often enough to help you fall asleep.

Consider Less Obvious Causes

If nighttime stuffiness persists for weeks without a clear cold or allergy trigger, a few less common causes are worth knowing about.

Silent reflux (laryngopharyngeal reflux, or LPR) occurs when stomach acid travels past the esophagus and reaches the throat, voice box, and sometimes the nasal passages. Unlike typical heartburn, LPR often causes no chest discomfort at all. Instead, it shows up as chronic throat clearing, a feeling of mucus in the back of your throat, or unexplained nasal congestion. Avoiding food and drink for two to three hours before bed reduces overnight reflux episodes and can improve nasal symptoms noticeably.

A deviated septum, enlarged turbinates, or nasal polyps can also worsen positional congestion. These structural issues make the airway narrower to begin with, so the normal nighttime swelling pushes it past the tipping point. If you’ve tried environmental and behavioral changes for several weeks without improvement, an evaluation with an ENT specialist can identify whether something structural is involved.

A Quick Pre-Bed Routine

  • Two to three hours before bed: Stop eating to minimize any reflux contribution.
  • Thirty minutes before bed: Do a saline rinse (hypertonic for more stubborn congestion) and apply a warm compress if sinus pressure is noticeable.
  • At bedtime: Set the humidifier to keep your room between 30% and 50% humidity, position your wedge pillow, and keep tissues within reach.

Most people find that combining two or three of these strategies works far better than relying on any single one. Elevation plus saline plus humidity control addresses the three main drivers of nighttime stuffiness: gravity, irritation, and dry air.
