Chronic inflammation is driven by your immune system staying partially activated when it doesn’t need to be, and the most effective way to stop it involves addressing several interconnected triggers at once: diet, movement, sleep, stress, and gut health. No single fix works in isolation because inflammation isn’t a single problem. It’s the result of your body’s defense system responding to ongoing signals, from damaged cells, poor sleep, excess body fat, a leaky gut lining, or persistent psychological stress. Here’s what actually moves the needle.
What Keeps Inflammation Running
Your immune system uses signaling molecules called cytokines to coordinate its response to threats. In acute inflammation (a cut, an infection), this process ramps up, does its job, and shuts down. In chronic inflammation, the “off switch” stops working properly. The key drivers are pro-inflammatory cytokines like IL-1, IL-6, and TNF-alpha, which keep immune cells recruited and active long after any real threat has passed.
Two things tend to keep this cycle going. First, damaged or aging cells release molecular debris that triggers a sensor inside your immune cells called the inflammasome. This sensor activates more inflammatory signaling, creating a self-reinforcing loop. Second, as you age, your cells get worse at cleaning up their own waste (a process called autophagy), which means even more debris accumulates to trigger that same sensor. Your liver produces CRP in response to inflammatory signals, so it reflects what’s happening body-wide. The risk categories are straightforward: below 1.0 mg/L is low, between 1.0 and 3.0 mg/L is moderate, and above 3.0 mg/L is high. Eat to Lower Inflammatory Signals

This isn’t about any single “superfood.” It works because it shifts the overall balance of fats and antioxidants in your body toward less inflammatory activity.

They compete with omega-6 fats for the same enzymes, and the compounds produced from omega-3s are significantly less inflammatory than those produced from omega-6s. More isn’t always better. For most people, two to three servings of fatty fish per week, or a supplement in the range of 1 to 2 grams combined EPA/DHA, hits the practical sweet spot.
On the other side of the equation, ultra-processed foods, refined sugars, and excessive alcohol all promote inflammation. Cutting these has a measurable effect on CRP levels within weeks for many people.
Exercise: The Right Amount Matters
Regular physical activity is one of the most reliable ways to lower chronic inflammation, but the dose matters. Exercise itself is a stressor that temporarily raises inflammatory markers. The anti-inflammatory benefit comes from the recovery and adaptation that follows.
Moderate exercise, defined as 64 to 76 percent of your maximum heart rate (a brisk walk, easy cycling, swimming at a comfortable pace), consistently produces anti-inflammatory effects over time. High-intensity exercise can too, but only when paired with adequate rest between sessions. The problem comes from intense, prolonged exercise with insufficient recovery periods. That pattern keeps inflammatory markers elevated and can actually increase susceptibility to illness by dysregulating the immune system.
The practical takeaway: aim for regular moderate activity most days, and if you do intense workouts, build in real recovery time. A systematic review in Frontiers in Physiology concluded that regular exercise training functions as “a long-lasting anti-inflammatory therapy” once the acute effects of each session resolve.
Why Poor Sleep Fuels Inflammation
Sleep deprivation directly increases production of the same inflammatory cytokines (IL-1, IL-6, TNF-alpha) that drive chronic inflammation. Animal research shows that just 72 hours of disrupted deep sleep significantly elevates these markers. In humans, even modest, chronic sleep loss (consistently getting six hours instead of seven or eight) raises baseline inflammation over time.
Sleep is when your body does its deepest cellular repair and waste clearance. When that window shrinks, damaged cellular material accumulates, triggering the inflammasome pathway described earlier. Prioritizing seven to eight hours of sleep isn’t a lifestyle luxury. It’s a direct intervention against the biological machinery of chronic inflammation.
Chronic Stress and Cortisol Resistance
Cortisol, your primary stress hormone, is actually anti-inflammatory under normal conditions. It binds to receptors on immune cells and tells them to turn down production of inflammatory signals. The problem is that chronic stress breaks this feedback loop.
A systematic review covering mouse, primate, and human studies found that chronic stress reliably causes immune cells to become less sensitive to cortisol’s anti-inflammatory effects. Your body still produces cortisol, but your immune cells stop listening to it. Even more concerning, chronic stress promotes the release of new immune cells from bone marrow that are inherently less responsive to cortisol from the moment they’re produced. The result is an immune system that runs hotter with no functional brake pedal.

Your Gut Barrier and Body-Wide Inflammation
Your intestines contain trillions of bacteria, and the thin lining separating them from your bloodstream plays a critical role in systemic inflammation. When that barrier becomes more permeable (often called “leaky gut”), bacterial toxins called lipopolysaccharides (LPS) cross into your blood in small amounts. Even mildly elevated LPS in your circulation activates a receptor on immune cells that triggers the same master inflammatory pathway (NF-kB) responsible for producing IL-6, TNF-alpha, and CRP.
What damages the gut barrier? Chronic psychological stress, excessive alcohol, low-fiber diets, and certain medications all increase intestinal permeability. What protects it? A diverse, fiber-rich diet feeds the beneficial bacteria that maintain the gut lining. Fermented foods (yogurt, kimchi, sauerkraut) introduce beneficial bacterial strains. Adequate sleep and stress management also protect barrier integrity, since research has shown that stress alone can induce enough permeability to cause low-grade endotoxemia and measurable inflammation.
Putting It Together
The reason no single supplement or diet trick “cures” chronic inflammation is that the inflammatory system has multiple independent inputs. Poor sleep raises cytokines through one pathway. Stress disables cortisol’s braking system through another. A damaged gut barrier introduces bacterial toxins through a third. Excess body fat (particularly visceral fat around the organs) acts as its own source of inflammatory signaling. Each of these feeds the same downstream cycle, but each requires its own upstream fix.
The most effective approach targets several inputs simultaneously: a fiber-rich, omega-3 heavy diet with minimal processed food; consistent moderate exercise with proper recovery; seven to eight hours of sleep; active stress management; and gut health support through diverse plant foods and fermented foods. None of these are dramatic interventions, but combined over weeks and months, they shift your body’s inflammatory balance at the level where it actually operates.
