Stopping inflammation in your body comes down to a handful of consistent habits: eating more anti-inflammatory foods, moving regularly, sleeping enough, managing stress, and supporting your gut health. None of these work overnight, but together they target the biological pathways that keep inflammation simmering. Here’s what actually moves the needle and why.

Why Chronic Inflammation Persists

Acute inflammation is your body’s healing response to an injury or infection. It flares up, does its job, and resolves. Chronic inflammation is different. It’s a low-grade, persistent activation of your immune system that can run for months or years without obvious symptoms. Your immune cells release signaling molecules that promote tissue damage rather than repair, and over time this contributes to heart disease, type 2 diabetes, and other conditions.

One key reason chronic inflammation sticks around is stress. Under prolonged psychological stress, your body produces cortisol, which normally acts as a brake on inflammation. But when stress is constant, your immune cells become less sensitive to cortisol’s signal. Researchers at Carnegie Mellon University demonstrated this mechanism, showing that chronic stress leads to what’s called glucocorticoid receptor resistance: your cells stop responding to cortisol’s “stand down” message, and the inflammatory response keeps firing unchecked. This is one reason stress management isn’t just a nice-to-have. It’s biologically necessary for controlling inflammation.

Foods That Lower Inflammatory Markers

The most direct dietary strategy is increasing your intake of foods rich in anthocyanins, the pigments that give berries and purple vegetables their deep color. These compounds measurably reduce C-reactive protein (CRP), one of the most reliable markers of systemic inflammation. In clinical studies, anthocyanin-rich foods have produced CRP reductions ranging from about 22% to 42%, depending on the food source and duration. Cooked purple potatoes consumed daily for six weeks reduced CRP by a striking 175% in one trial of young men.

The richest sources of anthocyanins include chokeberries (aronia), blueberries, black currants, bilberries, and Queen Garnet plums. Red grapes, blackberries, and purple cabbage are also good options. You don’t need exotic supplements. A daily habit of eating a cup or two of deeply colored berries, drinking tart cherry or blueberry juice, or adding purple potatoes to your meals delivers meaningful amounts.

Omega-3 fatty acids are the other major dietary lever. Most Americans eat roughly 10 times more omega-6 fats than omega-3s. Both are essential, and omega-6 fats from nuts and vegetable oils aren’t harmful on their own. But a low omega-3 intake leaves your body without enough raw material to produce anti-inflammatory signaling molecules. The fix isn’t cutting omega-6s. It’s adding more omega-3s through fatty fish (salmon, sardines, mackerel), walnuts, flaxseed, and chia seeds. Two to three servings of fatty fish per week is a commonly cited target.

When your muscles contract during exercise, they release signaling molecules called myokines into your bloodstream. These molecules regulate the inflammatory cascade, improve insulin sensitivity, promote fat oxidation, and even suppress certain cancer-related pathways. In other words, your skeletal muscles function as an anti-inflammatory organ when you use them regularly.

Moderate-intensity exercise, like brisk walking, cycling, or swimming for 30 to 45 minutes most days, is consistently linked to lower CRP and other inflammatory markers. You don’t need to train like an athlete. In fact, excessive high-intensity training without adequate recovery can temporarily increase inflammation. The sweet spot is regular, moderate movement with enough rest between harder sessions. Resistance training also counts and may be especially effective because it increases the amount of muscle tissue available to produce those beneficial signaling molecules.

Why Your Gut Controls Inflammation Body-Wide

Your gut lining is a barrier between trillions of bacteria and your bloodstream. When that barrier weakens, bacterial fragments leak through and trigger immune activation throughout the body. The health of this barrier depends heavily on short-chain fatty acids, particularly butyrate, which your gut bacteria produce when they ferment dietary fiber.

Butyrate does several things at once. It fuels the cells lining your colon, keeping the barrier intact. It promotes the development of regulatory T cells, a type of immune cell that actively suppresses inflammation and maintains immune balance. And it induces anti-inflammatory signaling in the immune cells that patrol your gut, which then influence immune responses far from the digestive tract. To increase butyrate production, eat a wide variety of fiber-rich foods: vegetables, legumes, whole grains, nuts, and seeds. Fermented foods like yogurt, kefir, sauerkraut, and kimchi introduce beneficial bacteria that contribute to a more diverse gut ecosystem. Diversity is the key word here. A varied diet feeds a varied microbiome, and a varied microbiome produces more of the compounds that keep inflammation in check.

Sleep Loss Raises Inflammatory Signals

Sleep deprivation directly increases levels of inflammatory cytokines. Studies in healthy men show significantly elevated levels of key inflammatory markers after even a single night of lost sleep. During normal sleep, your body follows a timed rhythm of immune signaling. When you cut sleep short, that rhythm gets disrupted and shifted, leading to higher daytime levels of the same molecules your body normally releases in a controlled pattern overnight.

Seven to nine hours per night is the range most adults need. If you’re consistently getting six or fewer hours, improving your sleep may be one of the fastest ways to reduce measurable inflammation. Prioritize a consistent sleep and wake time, limit screens in the hour before bed, and keep your bedroom cool and dark. These aren’t just sleep hygiene clichés. They align your body’s inflammatory cycling with its natural rhythm.

Stress Management as an Anti-Inflammatory Tool

Because chronic stress causes your immune cells to ignore cortisol’s anti-inflammatory signal, no amount of blueberries will fully compensate for unmanaged, relentless stress. The goal isn’t eliminating stress entirely, which is unrealistic, but reducing the chronic, sustained variety.

Practices with evidence for reducing inflammatory markers include regular meditation, yoga, deep breathing exercises, and spending time in nature. Social connection also matters. Loneliness and social isolation are associated with higher CRP levels. Even 10 to 20 minutes a day of deliberate relaxation can begin to restore cortisol sensitivity over weeks to months.

How to Track Your Progress

If you want to know whether your efforts are working, a high-sensitivity C-reactive protein (hs-CRP) blood test is the most accessible and well-validated option. A result below 2.0 mg/L is associated with lower cardiovascular risk, while 2.0 mg/L or above signals higher risk. The American College of Cardiology’s 2025 scientific statement recommends universal screening of hs-CRP alongside cholesterol, noting that “clinicians will not treat what they do not measure.”

Other markers like IL-6, fibrinogen, and white blood cell count also reflect inflammation, but hs-CRP is the most standardized and widely available. A single reading can be elevated by a recent cold or injury, so testing when you’re otherwise healthy gives the most accurate baseline. Repeating the test after three to six months of lifestyle changes lets you see whether your CRP is trending downward.

Putting It Together

No single intervention eliminates chronic inflammation on its own. The most effective approach layers several habits: eating more colorful, fiber-rich, omega-3-containing foods; exercising at moderate intensity most days; sleeping seven to nine hours consistently; and actively managing stress. Each of these targets a different mechanism. Diet reduces inflammatory signaling directly. Exercise produces anti-inflammatory molecules from muscle tissue. Fiber feeds the gut bacteria that maintain your intestinal barrier and regulate immune cells. Sleep keeps inflammatory cycling on schedule. Stress management restores your body’s ability to shut inflammation down when it’s no longer needed.

Start with whichever change feels most achievable and build from there. Measurable reductions in CRP typically show up within four to six weeks of consistent dietary changes, and the compounding effect of multiple habits tends to produce larger shifts over three to six months.
