How to Strengthen Ankles With Targeted Exercises

Strengthening your ankles comes down to three things: building muscle around the joint, training your balance reactions, and maintaining enough mobility for the joint to move well under load. Most people notice measurable strength gains within two to six weeks of consistent training, and the exercises themselves are simple enough to do at home with minimal equipment.

Why Ankles Feel Weak

Your ankle is held together by a complex web of ligaments on the inner, outer, and front sides of the joint, plus the muscles and tendons that cross over it. The outer ligaments, particularly the one connecting your shin bone to your ankle bone at the front, are the most commonly injured. Once stretched or torn from a sprain, these ligaments don’t always tighten back up on their own. The muscles surrounding the joint have to pick up the slack.

The two muscle groups that matter most are the peroneals, which run along the outside of your lower leg and resist the ankle from rolling inward, and the posterior tibial muscle, which supports the inner arch and the inside of the ankle. When these muscles are weak or slow to fire, the joint relies almost entirely on passive ligament support, which is how repeat sprains happen. Strengthening these muscles gives your ankle an active defense system rather than depending on tissue that may already be stretched out.

Resistance Band Exercises

A resistance band is the most effective and accessible tool for targeting ankle-specific muscles. Two movements cover the primary directions:

  • Resisted eversion (outer ankle): Sit with your legs straight. Loop a band around the outside of your foot and anchor the other end with your opposite foot. Slowly push your foot outward against the band without letting your whole leg rotate. Return slowly. Repeat 8 to 12 times.
  • Resisted inversion (inner ankle): Cross your unaffected leg over the working leg. Loop the band around the inside of the working foot and anchor it with the top foot. Push inward against the resistance, then slowly return. Repeat 8 to 12 times.

Aim for 3 sets of each exercise, three times per week. This aligns with guidelines for building strength in smaller muscle groups. One thing most ankle programs get wrong is load intensity. A review of 87 studies on foot and ankle strengthening found that only 6% prescribed resistance at levels that actually meet established recommendations for building strength. The band should feel genuinely challenging by the last few reps of each set. If you can breeze through 12 repetitions, you need a heavier band.

Calf Raises for Tendon and Joint Support

Your calf muscles and Achilles tendon are the powerhouse behind every step, jump, and push-off. Heel raises performed off the edge of a step are one of the most studied exercises for building lower leg strength. Stand with the balls of your feet on a step, let your heels drop below the platform, then rise up onto your toes. The lowering phase (the eccentric portion) is especially valuable for tendon health.

Start with both legs, then progress to single-leg raises as you get stronger. Three sets of 10 to 15 repetitions, three times per week, is a solid starting point. You can hold a dumbbell or wear a backpack to add load as bodyweight becomes easy.

Balance and Proprioception Training

Strength alone isn’t enough. Your ankle also needs fast reflexes. Proprioception is your body’s ability to sense where a joint is in space and react to shifting ground before you consciously think about it. After a sprain, these sensors get disrupted, which is a major reason people keep re-injuring the same ankle.

Proprioceptive training reduces ankle sprain rates by roughly 35% regardless of injury history. For people who have sprained an ankle before, it cuts the risk of a repeat sprain by about 36%. These are meaningful numbers, and the exercises are deceptively simple:

  • Single-leg stance, eyes open: Stand on one foot for 30 to 60 seconds. When this feels easy, close your eyes. Removing vision forces your ankle’s sensors to work harder.
  • Wobble board or foam pad balance: Stand on an unstable surface with one foot. Try to keep the edges of the board from touching the ground.
  • Single-leg catch: Stand on one foot and have someone toss a ball to you, or toss it against a wall yourself. The unpredictable reaching forces your ankle to constantly adjust.

Sessions can be as short as 5 minutes or as long as 30, performed anywhere from one to five times per week. Programs as short as four weeks have shown measurable improvements. You can fold these into a warm-up before a workout or do them while watching TV.

Mobility Work That Supports Strength

If your ankle can’t bend far enough, your body compensates in ways that make the joint less stable. Limited dorsiflexion (the ability to pull your toes toward your shin) is one of the most common restrictions after ankle injuries, and restoring it is considered an important early goal in rehabilitation. Clinicians often work to improve range of motion first, then load the joint in that new range so the gains stick.

Two stretches target the main restrictions:

  • Gastrocnemius stretch: Stand on a small platform or step with your heel hanging off the edge, knee straight. Hold for 30 seconds, rest 10 seconds, repeat 3 times.
  • Soleus stretch: Same setup, but with your knee slightly bent. This shifts the stretch to the deeper calf muscle. Same timing: 3 rounds of 30 seconds.

Wall-facing knee drives are another option. Stand facing a wall with one foot a few inches back, then drive your knee forward over your toes toward the wall. Keep your heel on the ground. This actively loads the front of the ankle joint while stretching the back.

Progressing to Dynamic Movements

Once you can comfortably balance on one foot and your resistance exercises feel controlled, it’s time to add impact. Hopping and landing drills bridge the gap between gym-style strength and real-world ankle demands like cutting, pivoting, or recovering from a stumble on uneven ground.

A well-studied progression follows this pattern: start with double-leg hops (side to side, forward and backward), then advance to single-leg versions. Begin on a firm, flat surface before moving to turf or an unstable surface like a foam pad. Early sessions should focus purely on landing with good form: knees bent, knees tracking over toes, avoiding a stiff upright posture. After about three weeks of controlled hopping, you can add speed, performing hops to a metronome or at a quicker self-selected pace.

Specific patterns that have been tested in clinical trials include side-to-side hops, figure-8 hops, zigzag hops, and four-square hops. Difficulty increases by constraining your hand position (hands on hips instead of free), transitioning from two-leg to one-leg landings, and varying the surface underfoot throughout the week.

How Often to Train and When to Expect Results

Three sessions per week is the most commonly prescribed and recommended frequency for ankle strengthening. Each session doesn’t need to be long. A focused routine of band exercises (5 minutes), calf raises (5 minutes), and balance work (5 to 10 minutes) fits into 15 to 20 minutes.

Strength gains from a consistent program have been documented in as few as two weeks, with six weeks being the most studied and reliable benchmark for meaningful improvement. A six-week program of progressive resistance training using bands, performed three times per week, significantly increased both inversion and eversion strength in people with unstable ankles. If you’re starting from a deconditioned baseline or recovering from injury, give yourself the full six weeks before evaluating progress.

Testing Your Own Ankle Stability

A simple way to track progress is the single-leg reach test, a simplified version of what clinicians call the Star Excursion Balance Test. Stand on one leg in the center of an open space. Without losing your balance, reach your free foot as far as you can in three directions: forward and to the inside, straight to the side, and backward and to the inside. Mark or note your reach distance each time.

To make the numbers comparable over time, divide your reach distance by your leg length (measured from your hip bone to the floor) and multiply by 100. This gives you a normalized score that accounts for your height. Test yourself before starting a program, then retest every two to three weeks. Increasing reach distance while maintaining balance indicates genuine improvements in both strength and neuromuscular control.
