Stretching the soleus requires one key adjustment that most people miss: you need to bend your knee. The soleus sits deep beneath the larger calf muscle and only crosses the ankle joint, so a straight-leg calf stretch barely touches it. Bending your knee slackens the outer calf muscle (the gastrocnemius) and forces the soleus to take over, making every stretch far more targeted.
Why Bending Your Knee Changes Everything
Your calf is really two muscles stacked on top of each other. The gastrocnemius, the visible diamond-shaped muscle, crosses both the knee and the ankle. The soleus sits underneath it and only crosses the ankle. Both merge into the Achilles tendon and attach to the heel bone.
When you bend your knee, the gastrocnemius shortens and essentially shuts down. Research published in Physiological Reports found that as the knee flexes, gastrocnemius motor units progressively stop firing. The nervous system compensates by ramping up soleus activity to maintain force at the ankle. At close to full knee flexion, most gastrocnemius motor units have de-recruited entirely. This is why every effective soleus stretch involves a bent knee: it takes the gastrocnemius out of the equation so the stretch loads the deeper muscle.
Standing Wall Stretch (Bent Knee)
This is the simplest and most common soleus stretch. Stand facing a wall with both hands on it at about chest height. Step one foot back about 12 to 18 inches, keeping both feet flat on the ground. Now bend both knees, sinking your hips slightly toward the wall. You should feel the stretch low in the calf of your back leg, closer to the Achilles tendon than to the belly of the calf.
The key difference from a standard calf stretch is that back knee. In a gastrocnemius stretch, you keep it locked straight. For the soleus, you bend it. Everything else stays the same: heel stays down, toes point forward, and you ease into it gently. Hold for 15 to 30 seconds and repeat 2 to 4 times per leg.
If you feel the stretch more in the middle of your calf than down low near the tendon, bend your back knee a little more. You can also inch your back foot slightly closer to the wall to increase the knee bend while keeping the heel grounded.
Seated Towel Stretch
This version works well if standing is uncomfortable or you want a more controlled stretch. Sit in a chair with your feet flat on the floor. Loop a towel or resistance band around the ball of one foot and gently pull the strap toward you, flexing your foot back. Because your knee is already bent in the seated position, the gastrocnemius is slack and the soleus takes the load.
You can increase the intensity by pressing your knee slightly forward over your toes while pulling the towel. This creates dorsiflexion at the ankle (foot pulling toward the shin) with the knee bent, which is exactly the position that isolates the soleus. Hold for 15 to 30 seconds per rep.
Step Drop Stretch
Stand on a step or curb with your heels hanging off the edge. Bend your knees to about 20 to 30 degrees, then let your heels slowly sink below the level of the step. You’ll feel a deep stretch in the lower calf and Achilles region. Hold at the bottom for a few seconds, then rise back up on the other leg to reset.
This movement doubles as a strengthening exercise when done with controlled, slow lowering. The eccentric heel-drop protocol, originally developed for Achilles tendon problems, uses this exact setup. Performing the exercise with the knee bent to about 30 degrees shifts the load onto the soleus and its tendon insertion, while the straight-knee version targets the gastrocnemius. If you’re using this for rehab rather than just flexibility, aim for sets of 10 to 15 slow, controlled drops per leg.
How Long and How Often to Stretch
For general flexibility, holding each stretch for 15 to 30 seconds and doing 2 to 4 repetitions is the standard starting point. Stretching the soleus on both legs takes about 5 minutes total, and doing it daily or at least 4 to 5 times per week produces the best results.
If you’re trying to make lasting changes in range of motion, consistency matters more than intensity. A study in Frontiers in Physiology found that six weeks of daily calf stretching improved ankle range of motion by up to 27%. The researchers attributed this to the muscle actually adding structural length at the fiber level, not just increased tolerance to the stretch. Those gains came from high-volume daily stretching, but even shorter daily sessions produce meaningful improvements over several weeks.
Intensity should feel like a strong pull, not pain. A moderate stretch held consistently will outperform an aggressive stretch done sporadically.
How to Tell If Your Soleus Is Tight
The knee-to-wall test is a quick way to check. Stand facing a wall with one foot about 10 centimeters (roughly 4 inches) from the baseboard. Keeping your heel on the ground, bend your knee and try to touch the wall with your kneecap. If you can touch, move your foot back a centimeter and try again. Measure the maximum distance from your big toe to the wall where your knee can still reach.
Healthy ankle dorsiflexion typically falls between 10 and 14 centimeters on this test, with an average around 9.5 to 11 centimeters in most studies. If you’re well below 10 centimeters, or if one side is noticeably tighter than the other, your soleus is likely contributing to that restriction. Retest every few weeks to track your progress as you stretch.
Common Mistakes That Reduce the Stretch
The most frequent error is not bending the knee enough. A slight bend isn’t always sufficient to fully slacken the gastrocnemius. Aim for a noticeable knee bend where you can clearly feel the stretch shift lower in the calf.
Lifting the heel is the other common problem. The moment your heel comes off the ground during a standing stretch, you lose the dorsiflexion that creates the actual stretch on the soleus. If your heel keeps lifting, shorten your stance and focus on keeping it planted.
Finally, many people rush through calf stretches without distinguishing between the two muscles. Doing only straight-leg stretches and assuming you’ve covered the whole calf leaves the soleus undertreated. Always include at least one bent-knee variation in your routine to ensure both muscles get adequate attention.
