How to Take Care of Shin Splints and Recover Faster

Shin splints typically heal in three to four weeks with the right combination of rest, pain management, and gradual strengthening. The key is reducing the load on your lower legs long enough for the irritated tissue to recover, then building back up slowly so the problem doesn’t return. Here’s how to handle each phase.

Reduce the Load Right Away

The first step is pulling back from whatever activity triggered the pain. That doesn’t necessarily mean complete bed rest. It means avoiding the repetitive impact that caused the problem, whether that’s running, jumping, or long marches. You can still move around, but stop any activity that reproduces the shin pain.

For the first day or two, icing can help manage discomfort. Apply ice through a thin cloth barrier for 10 to 20 minutes at a time, every hour or two. After the first eight hours or so, ice becomes less useful for the underlying inflammation, so don’t feel like you need to keep icing for days on end.

A compression bandage wrapped gently around the lower leg can also provide some relief. The wrap should feel snug but not tight. If you notice numbness, tingling, or increased pain, loosen it immediately.

Managing Pain Without Slowing Recovery

Over-the-counter anti-inflammatory medications can take the edge off shin splint pain, but they come with a nuance worth knowing. Some research has raised concerns that these drugs could interfere with bone repair by blocking certain chemical signals involved in healing. A large meta-analysis published in Frontiers in Endocrinology found that when researchers controlled for other factors, the real-world impact on bone healing appeared minimal. Still, using anti-inflammatories sparingly and for short periods is a reasonable approach, especially since shin splints sit on a spectrum with stress fractures, where bone healing matters.

If you need something for pain, using it for a few days to stay comfortable is fine. Relying on it daily for weeks to push through training is a different story entirely.

Stretches and Strengthening Exercises

Once the acute pain settles down, usually after a few days of reduced activity, gentle stretching and strengthening help the muscles and connective tissue around your shin adapt to handle more stress over time.

For stretches, hold each position for 30 to 60 seconds, switch sides, and repeat two to three times. Work up to stretching three times a day. Focus on the calves and the muscles along the front of your shin. A simple wall stretch for the calves and kneeling with your toes pointed behind you for the front of the lower leg are good starting points.

For strengthening, calf raises are one of the most effective exercises you can do. Stand with your feet shoulder-width apart, rise onto your toes over two seconds, then lower back down over four seconds. Use a chair or wall for balance. Aim for two to three sets of 8 to 12 repetitions, once daily. The slow lowering phase is important because it builds the kind of strength your lower legs need to absorb impact during running and jumping.

Toe walks and heel walks, where you simply walk across a room on your toes or heels for 30 seconds at a time, also target the muscles that stabilize the shin. These feel deceptively easy at first but build meaningful endurance over a few weeks.

Returning to Activity

Most people can start easing back into their sport after three to four weeks, but the timeline varies. The single most important rule is to let pain guide you. If your shins hurt during a run, stop. If they’re sore the next morning after a workout, you did too much.

A common mistake is jumping back to pre-injury training volume. Instead, start at about 50% of your previous mileage or intensity and increase by no more than 10% per week. Alternate running days with rest or cross-training days. Swimming, cycling, and elliptical work let you maintain fitness without the repetitive impact that aggravates the shins.

Footwear and Insoles

Worn-out shoes are one of the most fixable risk factors for shin splints. Running shoes lose their cushioning and support well before they look worn out, typically around 300 to 500 miles. If you can’t remember when you bought your current pair, it’s probably time for new ones.

Shoe inserts and orthotics are a popular recommendation, and some clinical trials in military populations have shown they can reduce shin pain. However, a review in the Journal of Science and Medicine in Sport found insufficient evidence that any particular insert design is better than another for preventing injury. That doesn’t mean insoles are useless. If you have flat feet or high arches and notice that arch support makes your shins feel better, it’s worth trying. Just don’t expect a specific product to be a guaranteed fix.

The most important shoe feature is that it fits your foot well and provides adequate cushioning for the surface you train on. A running specialty store where staff can watch you walk or run is a better starting point than buying based on brand alone.

When Shin Pain May Be Something Else

Shin splints cause a diffuse, aching pain that spreads across a broad area of the inner or outer shin. One characteristic feature is that the pain sometimes improves during exercise as the muscles warm up. A stress fracture behaves differently: the pain is localized to one specific spot, that spot is tender when you press on it, and the pain does not get better with continued activity. It gets worse.

Three signs that warrant a visit to a sports medicine provider: pain that doesn’t improve after several weeks of rest and a gradual return to activity, pain that occurs even when you’re sitting or lying down, and point tenderness directly over the shin bone rather than along the surrounding muscle. A stress fracture requires a longer recovery and sometimes imaging to confirm, so catching it early saves you time in the long run.
