How to Tell Your Body Fat Percentage at Home

You can estimate your body fat percentage at home with a tape measure, a smart scale, or skin calipers, or you can get a more precise reading from a professional scan like DEXA. Each method sits on a spectrum of accuracy and cost, so the right choice depends on whether you need a precise number or just want to track changes over time.

The Tape Measure Method

The simplest way to estimate body fat requires only a flexible tape measure. The U.S. Navy developed a formula that uses your height and a few circumference measurements to predict body fat percentage. For men, you measure your neck and waist at the navel. For women, you add a hip measurement. Dozens of free online calculators will run the math for you.

This method correlates reasonably well with more advanced techniques. When the Navy validated its formula for women against underwater weighing (a lab gold standard), the correlation was 0.80 with a standard error of about 4 percentage points. That means if the formula says you’re at 25%, your true value could realistically be anywhere from 21% to 29%. It’s a rough starting point, not a diagnosis. Where it shines is consistency: if you measure the same spots the same way every two weeks, the trend line will reliably tell you whether you’re gaining or losing fat, even if the absolute number is off.

Smart Scales and Handheld Devices

Bathroom scales and handheld monitors that display body fat percentage use a technology called bioelectrical impedance analysis, or BIA. The device sends a tiny electrical current through your body and measures how quickly it travels. Fat slows the current down more than muscle does, so the device uses the resistance to estimate your body composition.

The problem is that water conducts electricity very well, and your hydration level shifts throughout the day. Drinking a few glasses of water, eating a meal, exercising, or even taking a hot shower can change your reading by several percentage points. Electrode placement and skin temperature also matter. If you step on the scale right after a workout while dehydrated, you might get a dramatically different number than you would the next morning.

To get the most out of a BIA scale, treat it as a trend tracker rather than an absolute measurement. Weigh yourself at the same time each day (first thing in the morning, before eating or drinking, after using the bathroom), and look at the weekly average rather than any single reading. Over months, the direction it moves is meaningful even if the exact percentage is off by a few points.

Skinfold Calipers

Calipers pinch a fold of skin and fat at specific spots on your body, then measure the thickness in millimeters. Those numbers get plugged into a formula to estimate total body fat. You can buy a decent pair for under $15, though having someone else do the pinching improves accuracy since it’s hard to reach your own back.

The most common protocols measure either three or seven sites. The three-site test for women uses the thigh, the area just above the hip bone, and the back of the upper arm. The seven-site test adds the abdomen, below the shoulder blade, the chest, and the armpit. In a study of female college athletes, the three-site method consistently produced lower body fat estimates (about 23%) compared to the seven-site method (about 26%), a gap of roughly 2.5 percentage points on average. The seven-site version takes a couple of minutes longer but captures more of your body’s fat distribution.

Calipers are only as good as the person using them. If you’re testing yourself at home, pick one protocol and stick with it every time. Measure each site twice and average the results. The real value is in the trend: if your skinfold thicknesses are dropping over a few months, you’re losing fat regardless of what the final percentage calculates out to.

DEXA Scans

A DEXA scan (dual-energy X-ray absorptiometry) is the most accessible professional option and one of the most accurate. The machine passes two low-energy X-ray beams through your body at different intensities. Bone, muscle, and fat each absorb those beams differently, letting the software map your body composition region by region. The margin of error is about 1% to 2% body fat, significantly tighter than any home method.

Beyond a single body fat number, DEXA gives you a regional breakdown: how much fat and lean mass is in each arm, each leg, and your trunk. Some machines also estimate visceral fat, the deeper fat packed around your organs, by calculating how much of the abdominal region’s total fat sits beneath the muscle wall versus just under the skin. That visceral number is harder to get from any other method and is more closely linked to metabolic health risks than your overall percentage alone.

A single DEXA scan typically costs $75 to $150 at standalone body composition clinics, though prices vary by city. University research labs sometimes offer scans at a discount. A BOD POD assessment, which measures body volume using air displacement instead of X-rays, runs around $175 at specialized facilities. Both are worth considering if you want an accurate baseline before starting a training or nutrition program, then a follow-up scan three to six months later to measure real progress.

What the Numbers Mean

Healthy body fat ranges differ by sex and shift upward with age. The ranges below, based on data from the University of Pennsylvania, give you a general sense of where different percentages fall. These aren’t rigid cutoffs, but they’re useful for context.

Ranges for Men

  • Essential/low: under 8%
  • Excellent (age 20–29): 8% to 10.5%
  • Good (age 20–29): 10.6% to 14.8%
  • Fair (age 20–29): 14.9% to 18.6%
  • Poor (age 20–29): 18.7% to 23.1%

By ages 40 to 49, the “excellent” range stretches up to about 17%, and “good” runs from roughly 17.5% to 20.6%. By your 50s, “excellent” extends to about 19%. The body naturally carries more fat with age, so a 50-year-old man at 20% is in a different category than a 25-year-old at the same number.

Ranges for Women

  • Essential/low: under 14%
  • Excellent (age 20–29): 14% to 16.5%
  • Good (age 20–29): 16.6% to 19.4%
  • Fair (age 20–29): 19.5% to 22.7%
  • Poor (age 20–29): 22.8% to 27.1%

For women in their 40s, “excellent” runs up to about 20%, and “good” extends to nearly 24%. Women carry more essential fat than men due to hormonal and reproductive differences, so the entire scale sits higher. Dropping below 14% at any age is considered low and can disrupt menstrual cycles and bone health.

Which Method to Choose

If you want a single accurate number to know where you stand, get a DEXA scan. It’s the best balance of precision, availability, and information depth. If cost is a concern or you just want to track whether your body composition is improving, a BIA scale or tape measure method used consistently will show you the trend. Calipers fall somewhere in between: more hands-on, but reliable for tracking when you use the same technique each time.

Whichever method you pick, the most important rule is to use the same one every time you test. Comparing a DEXA result to a smart scale reading to a caliper estimate tells you nothing useful. Each method has its own systematic bias, and switching between them just introduces noise. Pick one, standardize the conditions (time of day, hydration, clothing), and test no more often than every four to six weeks. Body fat changes slowly, and testing too frequently just captures daily fluctuations rather than real progress.
