Treating inflammation in the body comes down to a handful of consistent lifestyle changes, not a single fix. Chronic, low-grade inflammation differs from the acute kind you get after a cut or infection. It simmers quietly, driven by diet, stress, sleep habits, and activity levels, and it raises your risk of heart disease, diabetes, and other long-term conditions. The good news: most of the effective treatments are things you control directly.
What Chronic Inflammation Actually Looks Like
Acute inflammation is obvious. You twist an ankle, it swells, it heals. Chronic inflammation is subtler. It doesn’t always produce symptoms you can feel, which is part of what makes it dangerous. Over months and years, it damages blood vessels, joints, and organs without sending a clear signal.
If you want a number, doctors often use a blood test called high-sensitivity C-reactive protein (hs-CRP). A result below 2.0 mg/L suggests lower cardiovascular risk, while 2.0 mg/L or above signals higher risk. Values at or above 8 to 10 mg/L indicate significant inflammation, potentially from a serious infection, injury, or chronic disease. This test is one of the simplest ways to get a baseline reading on how much inflammation your body is carrying.
Shift Your Diet Toward Anti-Inflammatory Foods
Diet is the single most studied lever for reducing chronic inflammation, and the Mediterranean diet has the strongest evidence behind it. In the large PREDIMED trial, participants who followed a Mediterranean diet supplemented with extra-virgin olive oil or nuts had measurable reductions in C-reactive protein, IL-6 (a key inflammatory signaling molecule), and markers of blood vessel inflammation.
The mechanism is straightforward. Fruits, vegetables, nuts, and olive oil are rich in polyphenols and antioxidants that dial down the production of inflammatory molecules at the cellular level. You don’t need to follow a rigid meal plan. The core pattern looks like this:
- More: vegetables, fruits, whole grains, legumes, nuts, olive oil, fatty fish
- Less: refined sugar, processed meat, white flour, seed oils high in omega-6 fats, packaged snacks
The omega-6 to omega-3 ratio matters here. Your body converts omega-6 fatty acids into compounds that promote inflammation, while omega-3s (EPA and DHA, found in fatty fish like salmon and sardines) produce compounds that are far less inflammatory. Higher concentrations of EPA and DHA in your tissues tip this balance toward less inflammatory activity. In clinical trials with rheumatoid arthritis patients, omega-3 supplementation reduced the need for anti-inflammatory medications, though it didn’t consistently improve joint swelling or stiffness on its own.
There’s no official recommended dose for EPA and DHA specifically targeting inflammation. Research on immune effects suggests that around 900 mg of EPA plus 600 mg of DHA daily is enough to meaningfully suppress inflammatory responses. For context, a serving of wild salmon provides roughly 1,000 to 1,500 mg of combined EPA and DHA.
Feed Your Gut Bacteria
Your intestinal lining is a barrier between the contents of your gut and your bloodstream. When that barrier weakens, bacterial fragments can leak into circulation and trigger a bodywide inflammatory response. The compounds that keep this barrier strong are short-chain fatty acids, particularly one called butyrate, produced when your gut bacteria ferment dietary fiber.
Butyrate does double duty. It physically maintains the integrity of the intestinal wall, and it directly regulates immune cells, nudging them toward a less inflammatory state. It promotes the development of regulatory immune cells that act as a brake on excessive inflammation. The practical takeaway: eat more fiber. Beans, lentils, oats, onions, garlic, asparagus, and bananas are all potent fuel for the bacteria that produce these protective compounds. Most adults eat about 15 grams of fiber daily. Aiming for 25 to 35 grams gives your gut microbes significantly more to work with.
Exercise, but You Don’t Need to Push Hard
Exercise triggers an anti-inflammatory response at a lower threshold than most people expect. A UC San Diego study found that just one 20-minute session of moderate exercise, something as simple as fast walking on a treadmill, produced a 5 percent decrease in immune cells generating TNF, one of the body’s primary inflammatory signals. You don’t need to run intervals or lift heavy weights to get this effect. Twenty to thirty minutes of moderate movement is enough to shift your immune system in the right direction.
Over weeks and months, regular moderate exercise compounds this effect. It reduces visceral fat (the deep abdominal fat that actively secretes inflammatory molecules), improves insulin sensitivity, and lowers baseline levels of circulating inflammatory markers. The key word is “regular.” A single intense workout followed by two weeks on the couch doesn’t help. Four to five sessions per week of brisk walking, cycling, swimming, or similar activity builds the anti-inflammatory benefit steadily.
Manage Stress Before It Manages You
Chronic psychological stress drives inflammation through a specific biological pathway. Under normal conditions, cortisol (your primary stress hormone) acts as a brake on inflammation. But when stress is prolonged, your immune cells develop what researchers call glucocorticoid receptor resistance. They stop responding to cortisol’s “calm down” signal. The result is inflammation that runs unchecked because the body’s own off switch no longer works.
This isn’t a vague mind-body connection. It’s a documented receptor-level change. People under chronic stress, whether from caregiving, financial strain, job pressure, or relationship conflict, show measurably higher inflammatory markers precisely because their immune cells have become deaf to cortisol.
What works to reverse this varies by person, but the practices with the most evidence include regular physical activity (which does double duty), mindfulness meditation, deep breathing exercises, and consistent social connection. Even 10 to 15 minutes of focused breathing daily can begin to restore normal cortisol signaling over time.
Sleep Is Non-Negotiable
Even a single night of restricted sleep, cut to about four hours, increases the production of inflammatory molecules IL-6 and TNF-alpha by your immune cells. This isn’t cumulative damage from years of bad sleep. It happens after one bad night. Chronic sleep deprivation keeps these inflammatory signals elevated continuously, contributing to the same long-term risks as a poor diet or sedentary lifestyle.
Most adults need seven to nine hours. If you’re consistently getting less than six, improving your sleep may be the single highest-impact change you can make for inflammation. Prioritize a consistent bedtime, a cool and dark room, and limiting screens in the hour before bed. Caffeine has a half-life of about five to six hours, so a 2 p.m. coffee is still half-active in your bloodstream at 7 or 8 p.m.
Vitamin D and Curcumin: What the Evidence Shows
Two supplements come up repeatedly in inflammation research. Vitamin D has a strong inverse relationship with CRP: as vitamin D levels rise, CRP levels fall, and this correlation holds in both people with inflammatory diseases and apparently healthy individuals. The effect is stronger in people who already have an inflammatory condition. If you suspect your levels are low (common in people who live far from the equator, have darker skin, or spend most of their time indoors), a blood test can confirm it. Most guidelines consider levels below 20 ng/mL deficient and 30 ng/mL or above sufficient, though some researchers argue that levels closer to 40 to 60 ng/mL are optimal for controlling inflammation.
Curcumin, the active compound in turmeric, has genuine anti-inflammatory properties but is poorly absorbed on its own. Pairing it with piperine (a compound in black pepper) dramatically improves absorption. Clinical trials have used 500 to 1,500 mg of curcumin daily alongside 5 to 15 mg of piperine, and systematic reviews of randomized controlled trials show this combination can reduce markers of inflammation, oxidative stress, and cardiometabolic risk. If you’re buying a curcumin supplement, check that it includes piperine or a similar bioavailability enhancer. Turmeric in food is fine for general health but typically doesn’t deliver enough curcumin to produce measurable anti-inflammatory effects.
Putting It Together
Inflammation isn’t caused by one thing, and it isn’t fixed by one thing. The people who see the biggest reductions in inflammatory markers are the ones who stack several changes: they eat more vegetables and fiber, move their bodies most days, sleep enough, and find ways to manage stress. None of these changes need to be extreme. A 20-minute walk, an extra serving of vegetables, an earlier bedtime, and five minutes of slow breathing add up to a meaningful shift in your body’s inflammatory load over weeks and months.
