How to Untighten Muscles: Heat, Stretching, and More

Tight muscles loosen up when you reduce the tension held in the muscle fibers and the connective tissue surrounding them. The fastest methods include heat, stretching, and direct pressure, but the best approach depends on why your muscles are tight in the first place. Here’s how to work through it.

Why Muscles Stay Tight

Muscle tightness has two components. The first is active tension, where your nervous system keeps sending signals telling the muscle to contract. This happens during stress, poor posture, or repetitive movements. The second is passive tension, which comes from the physical properties of the muscle tissue itself: the proteins inside muscle fibers, the connective tissue wrapping around them, and the gel-like substance (called ground substance) that lets layers of tissue slide over each other. When you’re dehydrated or sedentary, that ground substance gets thicker and stickier, reducing the smooth gliding between tissue layers and making everything feel stiff.

Postural muscles, especially those along your spine and hips, are particularly prone to tightness. Gravity constantly pulls on them, and they respond with prolonged low-level contraction just to keep you upright. Sitting for hours compounds this by keeping hip flexors shortened and upper back muscles stretched, creating imbalances that feel like chronic tension.

Apply Heat First

Heat is one of the simplest ways to start loosening a tight muscle. It increases blood flow to the area, reduces joint stiffness, and directly decreases muscle spasm. After intense activity, muscles accumulate chemical byproducts like lactic acid that contribute to soreness and tightness. The increased blood supply from heat helps flush these out. A warm towel, heating pad, or hot shower for 15 to 20 minutes can make a noticeable difference, and it also makes stretching more effective afterward because warm tissue is more pliable.

Ice works differently. It numbs pain and reduces swelling, which makes it better for acute injuries with inflammation. If your muscles are simply tight without any recent injury, heat is the better choice.

Stretch With the Right Technique

Basic static stretching helps, but you can get significantly more range of motion using a method called PNF stretching (proprioceptive neuromuscular facilitation). It works by triggering a built-in protective reflex that forces the muscle to relax beyond its usual resting length.

The most common version, called hold-relax, goes like this: stretch the tight muscle to its limit and hold for a few seconds. Then, without moving, gently push against the stretch (as if you’re trying to contract the muscle) for about six seconds. This isometric contraction triggers the reflex. When you stop pushing, there’s a 6 to 10 second window where the muscle is more relaxed than usual. Use that window to exhale and ease deeper into the stretch. You can repeat this cycle two or three times.

A variation called hold-relax-contract adds one more step: after the isometric push, instead of passively relaxing into the stretch, you actively pull yourself deeper using the opposing muscle group. This tends to produce the greatest gains in flexibility. PNF stretching works best with a partner who can provide resistance, but you can use a wall, doorframe, or towel to create resistance on your own.

Use Pressure to Release Trigger Points

Foam rolling and similar self-massage tools work by applying mechanical pressure directly to tight spots in the muscle. This pressure can prevent unnecessary firing of muscle spindles (the sensors inside muscles that tell them to contract), reduce localized spasm, and decrease pain. Think of it as manually overriding the signal that’s keeping the muscle locked up.

To foam roll effectively, move slowly over the tight area until you find a tender spot, then hold pressure on it for 30 to 60 seconds. The discomfort should gradually decrease. You can also use a lacrosse ball or tennis ball for smaller, harder-to-reach areas like the muscles between your shoulder blades or deep in your glutes. The goal is sustained, tolerable pressure, not aggressive rolling back and forth.

Target the Hip Flexors

The psoas and iliacus muscles, which connect your spine and pelvis to your thigh bone, are among the most commonly tight muscles in people who sit for long periods. They’re also some of the hardest to stretch because they sit so deep in the body. A few specific exercises work well for releasing them.

The half-kneel stretch is one of the most effective. Kneel on both knees, then plant one foot in front of you so both knees are bent at roughly 90 degrees. Keep your back straight and squeeze your glutes as you lean gently into the front leg. You should feel a deep stretch in the front of the hip on the kneeling side. Hold for 20 to 30 seconds and switch sides.

Another option is the leg dangle. Lie on your back near the edge of a bed, hug one knee to your chest, and let the other leg hang off the side. Gravity does the work, gently pulling the hanging leg’s hip flexor into a stretch. For building strength in these muscles (which also helps reduce chronic tightness), simply marching in place with high knees gives the psoas the active work it needs to function well rather than just staying shortened and stiff.

Stay Hydrated

Dehydration directly affects how supple your muscles and connective tissue feel. The fascia surrounding your muscles contains a gel-like ground substance that allows tissue layers to glide smoothly over each other. When you’re not drinking enough water, this substance loses its lubrication, and the fascia becomes less pliable. The result is that generalized stiffness that feels like everything is glued together, especially in the morning or after sitting for a while. Maintaining steady hydration throughout the day helps keep fascial tissue sliding properly.

Electrolyte balance matters too. Low magnesium, potassium, or calcium levels are associated with muscle cramps and increased tension. If you notice tightness accompanied by frequent cramping, your electrolyte intake may be part of the problem.

Build a Daily Routine

Muscle tightness that builds up over weeks or months won’t resolve in a single stretching session. The most effective approach combines several of these methods in a sequence: apply heat for 10 to 15 minutes, foam roll the tightest areas for a few minutes, then stretch while the tissue is warm and receptive. Done consistently, even 15 minutes a day produces meaningful changes in flexibility and resting muscle tension within a few weeks.

Movement throughout the day matters as much as dedicated stretching. If you sit for work, standing up and walking for even two minutes every hour prevents your hip flexors, hamstrings, and upper back from locking into shortened positions. Gentle movement like walking or swimming keeps blood flowing and ground substance hydrated, which is why people who move regularly feel less stiff overall than people who stretch intensely but sit the rest of the day.

When Tightness Might Be Something Else

Normal muscle tightness is diffuse, comes on gradually, and improves with movement or stretching. A muscle strain feels different. You can usually pinpoint the pain to one specific spot, and it’s often connected to a particular moment or activity. With a strain, you may also notice swelling, bruising, weakness in the muscle, or limited range of motion that doesn’t improve with gentle stretching.

A mild strain (Grade I) involves overstretched fibers with minor damage and typically heals on its own. A moderate strain (Grade II) means some of the muscle fibers have actually torn, affecting strength and mobility. A severe strain (Grade III) is a complete tear that may require surgical repair. If you felt or heard a pop during an activity, can’t use the muscle at all, or notice severe bruising and swelling, that’s not just tightness. Numbness, tingling, or sudden weakness in the area also warrant medical attention, as these can indicate nerve involvement.
