Creatine is the most well-studied and effective supplement for building muscle, and using it correctly is straightforward: take 3 to 5 grams of creatine monohydrate daily, every day, with enough water. That single habit, paired with resistance training, is the core of it. But the details around loading, timing, hydration, and what to expect in the first few weeks can make the difference between getting the most out of creatine and wasting your money.
How Creatine Builds Muscle
Your muscles store creatine as phosphocreatine, a rapid-access energy reserve that regenerates the fuel (ATP) your muscles burn during short, intense efforts like lifting weights. When you supplement, you increase those stores, which lets you squeeze out more reps or push slightly heavier loads. Over weeks and months, that small edge in training volume adds up to more muscle.
But creatine does more than just supply energy. It directly stimulates a protein-building pathway in muscle cells called mTOR, which signals your body to synthesize new muscle protein faster. Creatine also draws water into muscle cells, and that swelling itself acts as an anabolic signal, encouraging the cell to grow. So you’re getting a dual benefit: better workouts and a direct biochemical push toward muscle growth.
Loading Phase vs. Daily Dosing
You have two options for getting started. The faster route is a loading phase: 20 to 25 grams per day, split into four or five servings, for five to seven days. This saturates your muscles with creatine in about a week. After that, you drop to a maintenance dose of 3 to 5 grams per day.
The slower route skips loading entirely. You simply take 3 to 5 grams per day from day one. This reaches the same saturation point, but it takes roughly three to four weeks instead of one. Both approaches end up in the same place. The loading phase just gets you there faster, which some people prefer if they want results to kick in sooner. If you find that large doses cause bloating or stomach discomfort, the slower approach is perfectly fine.
Expect Some Early Weight Gain
During the first week or two, especially if you load, expect to gain 2 to 6 pounds on the scale. This is water, not fat. Creatine pulls water into your muscle cells, which is actually part of how it works. The water retention is intracellular, meaning it happens inside the muscle rather than under the skin, so it typically makes muscles look fuller rather than puffy. After the initial phase, your weight stabilizes, and subsequent gains reflect actual muscle tissue over time.
When to Take It
The short answer: it doesn’t matter much. Research comparing pre-workout and post-workout creatine has found similar gains in muscle mass and strength regardless of timing. Creatine works by keeping your muscle stores topped off over days and weeks, not by providing an acute boost the way caffeine does. Consistency matters far more than the clock.
That said, many people find it easiest to take creatine with a post-workout shake or meal, simply because it becomes part of a routine they already have. Taking it with food or a carbohydrate source may slightly improve absorption, but the practical difference is small. Pick a time you’ll remember every day, including rest days, and stick with it.
Stick with Creatine Monohydrate
Creatine monohydrate is the cheapest form available, and no other form has been shown to outperform it. Creatine hydrochloride (HCl) is marketed as more absorbable and supposedly doesn’t need a loading phase. But when researchers directly compared 3 grams of creatine HCl against 20 grams of creatine monohydrate, the HCl group showed no significant improvements in strength or hormonal markers. The monohydrate group, at the higher loading dose, was the only group that improved explosive power and both upper and lower body strength.
Buffered creatine and creatine ethyl ester tell similar stories: more expensive, no proven advantage. Monohydrate has decades of research behind it. Save your money.
Hydration Matters More Than You Think
Because creatine draws water into your muscles, your overall fluid needs go up. Each 5-gram dose should be taken with at least 12 ounces of water, and your total daily water intake should increase by roughly 24 ounces (about 750 mL) compared to your baseline. A good general target while supplementing is 3 to 4 liters of water per day, or closer to a gallon if you’re training hard or going through a loading phase.
Skimping on water can lead to mild dehydration, cramping, or digestive discomfort, all of which people sometimes blame on the creatine itself when the real issue is inadequate fluid intake.
Creatine Speeds Up Recovery
Beyond building muscle, creatine reduces the damage your muscles take from hard training. Studies on athletes taking creatine before intense exercise have consistently found lower levels of muscle damage markers in their blood afterward, along with less soreness and faster recovery of strength. Marathon runners who loaded creatine for five days before a race showed significantly lower inflammation markers after finishing. In another study, participants who supplemented with creatine starting five days before a muscle-damaging workout and continuing for 14 days after recovered their maximum strength faster and reported less soreness than those taking a placebo.
This means creatine can help you train more frequently at a higher quality, which compounds into faster muscle growth over months.
Why Some People Don’t Respond
Not everyone benefits equally. Research using muscle biopsies has identified a spectrum of response: some people see large increases in muscle creatine stores, some see moderate increases, and some barely respond at all. In one study, non-responders had the highest baseline creatine levels in their muscles, meaning their stores were already near capacity and supplementation had little room to add anything.
Muscle fiber composition also plays a role. Responders in that study had about 63% fast-twitch (type II) fibers, while non-responders had only about 40%. Fast-twitch fibers use more creatine during explosive movements and have more room to store it. People with less muscle mass and fewer fast-twitch fibers tend to see smaller benefits. If you’ve been taking creatine consistently for a month and notice zero difference in your training, you may fall into this category. It doesn’t mean something is wrong; your biology just doesn’t leave much room for extra creatine storage.
The Caffeine Question
Whether caffeine interferes with creatine is genuinely unsettled. Some research shows that taking caffeine (about 5 to 6 mg per kilogram of body weight) an hour before training, after completing a creatine loading phase, actually improved strength, endurance, and sprint performance. But other studies, particularly those looking at habitual caffeine use during a loading phase, found no benefit or even slightly reduced muscle performance when the two were taken together.
One proposed explanation is that creatine and caffeine pull calcium in opposite directions inside muscle cells: creatine promotes calcium clearance for relaxation, while caffeine triggers calcium release for contraction, potentially creating a tug-of-war that blunts performance. In practice, most people who drink coffee and take creatine still see results. If you want to be cautious, separate your caffeine and creatine doses by a couple of hours rather than mixing them in the same pre-workout drink.
Long-Term Safety
Creatine monohydrate at recommended doses is safe for up to five years of continuous use in healthy adults. Despite persistent rumors, studies in people with healthy kidneys have found no evidence that creatine harms kidney function. The concern originated from older case reports involving people with pre-existing kidney conditions, which is a different situation entirely. Creatine can raise a blood marker called creatinine, which doctors use to estimate kidney function, but this increase is a harmless byproduct of creatine metabolism, not a sign of kidney damage. If you’re getting bloodwork done, mention your creatine use so your doctor can interpret the results correctly.
