So if you currently wake at 10 a.m. and want to wake at 6:30 a.m., you’d start by waking at 9:30, then 9:00 a few days later, and so on. Each step gives your internal clock time to adjust before you ask it to shift again.

During this transition, shift your bedtime by the same 30 minutes. You won’t feel sleepy at the new bedtime right away, and that’s normal. For shifting your schedule, the effective approach is a low dose taken 3 to 4 hours before your desired bedtime. Research shows that doses as low as 0.3 to 1 mg effectively mimic the natural nighttime rise in melatonin levels, while the 5 to 10 mg tablets commonly sold in stores far exceed what your body produces on its own.

So if you’re aiming to fall asleep at midnight as a first step, you’d take 0.5 to 1 mg of melatonin around 8 or 9 p.m. This isn’t a sleeping pill. It’s a timing signal. What to Do During the Transition

Keep Your Schedule on Weekends

The most common reason people fail to shift their sleep schedule is the weekend. Sleeping in on Saturday and Sunday by even two hours resets your progress and recreates the social jetlag cycle. Your internal clock doesn’t distinguish between weekdays and weekends. Every late morning sends a delay signal.

You don’t need to be rigid to the minute. Sleeping 30 to 45 minutes later on weekends is unlikely to undo your progress. But a two or three hour difference, which is common, essentially gives you jet lag every Monday morning.
