For most people, 10 mg of melatonin is significantly more than needed for sleep. Your body naturally produces about 0.1 mg of melatonin per night, and research on how melatonin receptors work shows that doses of 1 to 3 mg are enough to saturate the receptors responsible for regulating your sleep-wake cycle. At 10 mg, you’re taking roughly 100 times what your body makes on its own, and the extra milligrams don’t translate into better sleep. In some cases, they may actually make things worse.
Why More Melatonin Doesn’t Mean Better Sleep
Melatonin works by binding to specific receptors in the brain that control your internal clock. Those receptors have a limited capacity. Once they’re fully occupied, additional melatonin has nowhere useful to go. Research on dose-response patterns shows that 1 to 3 mg taken orally is generally enough to reach receptor saturation and trigger the circadian signals that help you fall asleep.
At 10 mg, the excess melatonin can actually interfere with the timing signals your brain relies on. Studies on circadian rhythm adjustment have found that 10 mg doses don’t produce stronger effects than lower doses. In fact, they can reduce the body’s ability to shift its internal clock effectively. One line of research on blind individuals who used melatonin to regulate their sleep cycles found that 10 mg was less efficient than lower doses, likely because the flood of melatonin blurred the precise timing cues the brain needs.
Side Effects at 10 mg
A large meta-analysis covering 79 studies and nearly 4,000 participants, published in Mayo Clinic Proceedings, found that melatonin at 10 mg or higher was not linked to serious adverse events, even when taken for three months or longer. That’s somewhat reassuring from a safety standpoint. However, the same analysis found a 40% increase in non-serious side effects compared to lower doses. The most common complaints were headache, dizziness, and drowsiness.
That drowsiness is worth paying attention to. Melatonin has a half-life of 20 to 40 minutes, meaning half the dose clears your system fairly quickly. But at 10 mg, the total amount stays elevated in your blood for roughly five hours. One small study in healthy men found that blood melatonin levels didn’t drop to zero until about five hours after a 10 mg dose. If you take it late at night or wake up earlier than expected, you could feel groggy, foggy, or sluggish into the next morning. Experts recommend not driving or using machinery for four to five hours after taking melatonin at any dose, and the risk of lingering sedation is higher with larger amounts.
Your Supplement May Contain More Than 10 mg
Label accuracy is a real problem with melatonin supplements, especially gummies. A study published in JAMA tested 25 melatonin gummy products and found that 22 of them (88%) were inaccurately labeled. The actual melatonin content ranged from 74% to 347% of what the label claimed. That means a product labeled as 10 mg could contain as much as 35 mg.
A separate Canadian study found even wider variability, with melatonin content differing by as much as 465% between lots of the same product. Some supplements also contained serotonin, a related compound not listed on the label, which can carry its own risks. Because melatonin is sold as a dietary supplement in the United States, it isn’t subject to the same manufacturing standards as prescription medications. If you’re already taking a high dose, the actual amount entering your body could be substantially higher than you think.
Risks for Children
High-dose melatonin is a particular concern for kids. Between 2012 and 2021, poison control centers in the U.S. reported a 530% increase in pediatric melatonin ingestions, totaling over 260,000 cases. The vast majority (94%) were unintentional, typically involving children age five and under who got into a bottle of gummies.
Most of those children (84%) had no symptoms at all, but the numbers that did were significant. Nearly 4,100 children were hospitalized, 287 required intensive care, five needed mechanical ventilation, and two died. The inaccuracy of supplement labels compounds the risk. When a child swallows several gummies from a bottle labeled 10 mg per serving, the actual dose could be unpredictable. If you keep melatonin in your home, treat it like any other medication and store it out of reach.
Drug Interactions at Higher Doses
Melatonin interacts with a surprisingly long list of medications, and higher doses increase the likelihood of problems. Blood thinners are one of the most important: melatonin can reduce clotting, so combining it with anticoagulant drugs raises the risk of bleeding. It can also interfere with seizure medications, potentially increasing seizure frequency.
If you take blood pressure medication, melatonin can worsen blood pressure control. It interacts with diabetes drugs by affecting blood sugar levels. Birth control pills can amplify melatonin’s sedative effects. Certain antidepressants, particularly fluvoxamine (commonly prescribed for OCD), can dramatically increase melatonin levels in your blood and cause excessive drowsiness. Any medication that acts as a sedative, including anti-anxiety drugs and sleep aids, will have its effects compounded by melatonin. At 10 mg, all of these interactions become more pronounced simply because there’s more melatonin circulating in your system for a longer period.
What Dose Actually Works
The science consistently points to lower doses as both safer and more effective for sleep. Based on receptor biology, 0.5 to 3 mg is the range most likely to mimic your body’s natural melatonin signal and help you fall asleep without overwhelming the system. Many sleep researchers suggest starting at 0.5 mg and increasing only if needed.
Timing matters as much as dose. Melatonin works best when taken 30 to 60 minutes before your intended bedtime. It’s a signal to your brain that darkness has arrived, not a sedative that forces sleep. Taking it too late, at too high a dose, or inconsistently can disrupt the very cycle you’re trying to support. If you’ve been taking 10 mg and finding it helpful, it’s worth trying a lower dose to see if you get the same results with fewer side effects. Many people do.
There are specific medical situations where doctors prescribe higher doses of melatonin intentionally, sometimes 10 mg or more, for purposes beyond sleep regulation. These uses are supervised and based on individual circumstances. For general sleep support, though, 10 mg is more than the vast majority of people need.
