Mild to moderate soreness after a workout is a normal response to physical stress, but it’s not a reliable sign that your workout was effective. The stiffness and tenderness you feel one to three days after exercise, known as delayed onset muscle soreness (DOMS), signals that your body is adapting to a new or intensified stimulus. It’s not harmful, but chasing soreness as a goal can actually work against you.
What Actually Causes Post-Workout Soreness
For decades, lactic acid took the blame for muscle soreness. That theory has been thoroughly debunked. Lactic acid clears from your muscles almost immediately after you stop exercising. Your liver and kidneys break it down so quickly that it never has a chance to cause lasting pain or cell damage.
The real story is more complex. When you challenge your muscles beyond what they’re used to, particularly with eccentric movements (the lowering phase of a curl, running downhill, the descent of a squat), you create microscopic disruptions in the structural proteins within muscle fibers. Your body responds by sending inflammatory cells to the area: neutrophils arrive first, followed by macrophages and other immune cells that clean up debris and kick off repair. This inflammatory process irritates nerve endings in the connective tissue surrounding your muscle fibers, which is what you actually feel as soreness. Recent research from the Journal of Applied Physiology suggests DOMS is associated more with inflammation in this connective tissue than with damage to the muscle fibers themselves.
That’s worth emphasizing: the soreness you feel is largely an inflammatory and nerve-driven event, not a direct measure of how much “damage” your muscles sustained.
Soreness Does Not Predict Muscle Growth
This is the most important thing to understand. Soreness and muscle growth are poorly correlated. You can build significant muscle without ever feeling sore, and you can be extremely sore without triggering meaningful growth.
Consider a few examples that illustrate the disconnect. Downhill running and other high-impact eccentric activities produce intense soreness but are not associated with significant muscle growth. Bodybuilders develop substantial size in muscles that are both prone and not prone to soreness, casting doubt on the idea that pain is necessary for development. And research confirms that muscle lesions are not mandatory for hypertrophic adaptations to occur.
The degree of soreness you experience has a low correlation with the extent of actual muscle breakdown. Using post-workout pain to judge the quality of your training is unreliable and should not be treated as a predictor of results.
Why Soreness Decreases Over Time
If you’ve ever started a new program and been crippled with soreness the first week, only to feel almost nothing by week three, you’ve experienced something called the repeated bout effect. Your skeletal muscle has a built-in protective mechanism: after the first exposure to a challenging eccentric stimulus, your body adapts so it can better resist damage from similar exercise in the future.
This adaptation happens through several pathways at once. Your nervous system changes how it recruits motor units. Your tendons and muscle fibers shift their mechanical properties. The connective tissue surrounding your muscles remodels, and your inflammatory response becomes more efficient. The result is that the same workout that left you hobbling on Monday of week one barely registers by week four. This doesn’t mean the workout stopped working. It means your body got better at handling it, which is the entire point of training.
When Soreness Is a Problem
Normal DOMS follows a predictable pattern. It builds gradually over several hours after exercise, peaks somewhere between 24 and 72 hours later, affects only the specific muscles you trained, and resolves within a few days. You won’t feel it during the workout itself, and it presents as a dull, achy stiffness rather than a sharp or stabbing sensation.
Several signs suggest something beyond normal soreness:
- Pain lasting more than a week. DOMS should resolve in a few days. Pain that lingers may indicate a muscle strain or other injury.
- Sharp, constant pain. DOMS is diffuse and movement-dependent. A focused, sharp pain points toward a potential tear.
- Severe swelling around a muscle. Mild puffiness is normal; significant swelling is not.
- Dark or bloody urine. This can indicate rhabdomyolysis, a serious condition where muscle breakdown floods the bloodstream with proteins that can damage the kidneys.
- Soreness that never fully clears between sessions. Persistent muscle pain and stiffness that carries over from workout to workout is an early sign of overtraining syndrome, a medical condition distinct from ordinary post-exercise soreness. It causes physical, mental, and emotional symptoms and means your body isn’t recovering properly between sessions.
How to Manage Normal Soreness
The old advice of complete rest until soreness disappears has been replaced. A mix of light movement and passive recovery strategies is now considered the best approach for repairing strained tissue. Six to ten minutes of cooldown activity at roughly 50 to 60 percent of your maximum effort after a workout can help reduce inflammation and muscle breakdown.
Cold water immersion has the strongest evidence among recovery tools. A 2025 network meta-analysis in Frontiers in Physiology found that soaking in water between 11°C and 15°C (about 52°F to 59°F) for 10 to 15 minutes significantly reduced soreness compared to doing nothing. Colder temperatures in the same time range also helped, though slightly less. Light walking, easy cycling, or gentle swimming on rest days keeps blood flowing to sore muscles without adding meaningful stress. Compression garments offer a passive option when you’d rather not move much.
What matters most is simply giving the muscle time. DOMS resolves on its own, and the inflammatory process driving it is part of how your body rebuilds stronger tissue. Trying to completely eliminate soreness with aggressive interventions may actually blunt some of the adaptive signals your muscles need.
The Bottom Line on Chasing Soreness
Some soreness after a new exercise, a harder session, or an unfamiliar movement pattern is perfectly normal and not harmful. But treating soreness as the goal, or as proof that your workout “worked,” is a mistake. Muscles grow through progressive overload, adequate protein, and consistent recovery. None of those require you to be in pain the next day. If your program is well structured and you’re getting stronger over time, the absence of soreness means your body has adapted, not that you need to push harder until something hurts.
