Is Branzino Good for You? Omega-3s, Mercury, and More

Branzino is a nutritious, lean white fish that checks most of the boxes for a healthy protein source. At only 97 calories and 18.4 grams of protein per 100-gram serving, it delivers a high protein-to-calorie ratio with just 2 grams of total fat. It’s a solid choice whether you’re managing your weight, looking for heart-healthy foods, or simply trying to eat more seafood.

Calories, Protein, and Fat

Branzino, also called European sea bass, is one of the leaner fish you can buy. A 100-gram portion (roughly 3.5 ounces) contains about 97 calories, 18.4 grams of protein, and 2 grams of fat. For comparison, a similar portion of salmon runs 150 to 200 calories with significantly more fat. That makes branzino a particularly good option if you want high-quality protein without a lot of extra calories.

The protein in branzino has a favorable amino acid profile, meaning it supplies the building blocks your body needs for muscle repair, immune function, and cell maintenance in balanced proportions. Like most fish, it’s also naturally free of carbohydrates and sugar.

Omega-3s and Heart Health

Branzino does contain omega-3 fatty acids, the type of fat linked to cardiovascular benefits, but it’s not an omega-3 powerhouse. As a lean white fish, its omega-3 content falls well below fattier species like salmon, which provides 717 to 1,533 milligrams of EPA and DHA per 100 grams. Branzino sits closer to the range of other mild white fish like cod (253 mg per 100g), giving you a meaningful but modest dose.

That said, even moderate fish consumption adds up. A large meta-analysis covering more than 900,000 participants found that people who ate more fish had a 9% lower risk of developing coronary heart disease and a 15% lower risk of dying from it. The benefit follows a dose-response pattern: for every additional 20 grams of fish eaten per day, heart disease incidence and mortality each dropped by about 4%. So eating branzino a couple of times a week, even though it’s not as rich in omega-3s as salmon, still contributes to a heart-protective eating pattern.

Mercury and Safety

One of branzino’s biggest advantages is its low position on the food chain. Smaller, shorter-lived fish accumulate less mercury than large predators like swordfish or king mackerel. The FDA does not list branzino by name on its fish advisory chart, but it does place black sea bass, a closely related species, in the “Best Choices” category, meaning it’s among the lowest-mercury options available.

The general recommendation is to eat two to three servings per week from “Best Choices” fish (one serving equals 4 ounces). This applies to the general population and to pregnant or breastfeeding women, who are advised to consume 8 to 12 ounces of low-mercury seafood per week. Branzino fits comfortably within those guidelines.

Wild-Caught vs. Farmed

Most branzino sold in the U.S. is farmed, primarily in Mediterranean aquaculture operations. The main nutritional difference between wild-caught and farmed fish of any species is fat content. Wild fish tend to be slightly leaner because they swim more, which means less fat stored in their muscle tissue. For a fish already as lean as branzino, this difference is small in practical terms.

Environmental considerations are more nuanced. Wild-caught fishing risks overfishing and damage to marine ecosystems, while aquaculture can discharge waste into surrounding waters and potentially spread disease between farmed and wild fish populations. Many modern farms have adopted measures like vaccinations and sustainable waste removal to reduce these impacts. If sustainability matters to you, look for certifications from organizations like the Aquaculture Stewardship Council on the packaging.

Should You Eat the Skin?

Branzino is often served whole with the skin on, and eating it is both safe and nutritionally worthwhile. Fish skin is a natural source of collagen, the protein that supports skin elasticity and hydration. It also concentrates nutrients like protein, omega-3 fatty acids, selenium, and vitamin D. When the skin is cooked until crispy (pan-seared or grilled), it adds texture and flavor along with those extra nutrients.

The one caveat is preparation. If the fish hasn’t been properly scaled or cleaned, the skin can have an unpleasant texture. When prepared well, though, branzino skin is one of the more enjoyable fish skins to eat because of its thin, delicate quality.

How Branzino Compares to Other Fish

  • vs. Salmon: Salmon has far more omega-3s and more calories. Choose branzino when you want a lighter meal, salmon when you want to maximize omega-3 intake.
  • vs. Tilapia: Both are mild white fish, but branzino has more omega-3s. Tilapia contains only about 76 mg of EPA and DHA per 100 grams, roughly a third of what cod offers and likely less than branzino.
  • vs. Cod: Very similar nutritional profiles. Cod is typically cheaper and more widely available, while branzino has a slightly more buttery flavor and is often sold whole.
  • vs. Chilean sea bass: Despite the similar name, Chilean sea bass (Patagonian toothfish) is a completely different species. It’s much fattier, higher in calories, and falls into the FDA’s “Good Choices” category rather than “Best Choices,” meaning it has more mercury. Limit Chilean sea bass to one serving per week.

Best Ways to Prepare It

Branzino’s mild, slightly sweet flavor works well with simple preparations that don’t mask the fish. Roasting it whole with lemon, olive oil, and herbs is the most traditional Mediterranean approach, and it keeps the flesh moist while crisping the skin. Grilling and pan-searing fillets are also popular. Because branzino is so lean, it can dry out quickly with high heat, so shorter cooking times tend to produce better results.

Avoid heavy batters or deep frying, which add significant calories and fat to what is otherwise one of the leanest proteins you can eat. A simple preparation with vegetables and olive oil keeps the meal aligned with a Mediterranean-style diet, which is consistently associated with better cardiovascular and metabolic health outcomes.
