Is Canola Oil Saturated or Unsaturated Fat?

Canola oil is predominantly unsaturated. Only about 7% of its fat is saturated, making it one of the lowest-saturated-fat cooking oils available. The remaining 93% is a mix of monounsaturated and polyunsaturated fats, which are the types generally considered beneficial for heart health.

Canola Oil’s Fat Breakdown

A single tablespoon of canola oil delivers about 9 grams of monounsaturated fat and 4 grams of polyunsaturated fat, with only a small fraction coming from saturated fat. Monounsaturated fat is the dominant type, making up roughly 60% of the oil’s total fatty acids. This is the same category of fat that gives olive oil its heart-healthy reputation.

The polyunsaturated portion includes two essential fats your body can’t produce on its own: omega-6 (linoleic acid) at about 21.7% and omega-3 (alpha-linolenic acid) at about 9.6%. That omega-3 content is notably high for a cooking oil. One tablespoon provides roughly 1 gram of plant-based omega-3, which most people struggle to get enough of. For context, most other common vegetable oils contain far less omega-3, or almost none at all.

How It Compares to Other Fats

Canola oil’s 7% saturated fat content is low compared to most other cooking fats. Olive oil, often considered the gold standard for healthy cooking, contains about 15% saturated fat, more than double canola’s level. Butter sits at 66% saturated fat. Coconut oil is even higher, at roughly 82%.

Where olive oil has the edge is in its polyphenol content (naturally occurring plant compounds), particularly in extra virgin varieties. Canola oil, which goes through more refining, doesn’t offer that same benefit. But purely on the saturated-versus-unsaturated question, canola oil has one of the most favorable profiles of any widely available cooking oil. The American Heart Association lists canola among its recommended oils for replacing saturated and trans fats in cooking.

What Happens During Refining

Most canola oil on store shelves is refined, meaning it has been processed through several steps including heating to high temperatures. One concern that comes up is whether this processing creates trans fats. The refining step called deodorization, which removes unwanted flavors and odors, can convert some of the polyunsaturated fats into trans fats. Research has shown that crude canola oil starts with only 0.1 to 0.3% trans fats, but refining can raise that figure. In European countries, a quality standard for refined oils sets the acceptable limit at under 1%.

This is a small amount, and it’s worth noting that the omega-3 content survives the process. Refined canola oil still retains its 9 to 11% alpha-linolenic acid, according to Harvard’s School of Public Health. So the refining process changes the oil’s profile slightly but doesn’t fundamentally shift it from unsaturated to saturated.

Cooking Performance

Refined canola oil has a smoke point of about 400°F (204°C), which makes it suitable for most home cooking methods including sautéing, baking, stir-frying, and roasting. Its neutral flavor doesn’t compete with other ingredients, which is one reason it’s so widely used in commercial food production and restaurant kitchens. Olive oil works well at similar temperatures, but its stronger flavor isn’t always desirable.

The high proportion of monounsaturated fat also gives canola oil reasonable stability at cooking temperatures. Oils with more polyunsaturated fat (like flaxseed oil) break down more quickly when heated, which is why those are better used cold.

The Rapeseed Connection

Canola oil is derived from rapeseed, a plant in the mustard family. Traditional rapeseed oil contained high levels of erucic acid, a fatty acid linked to heart damage in animal studies. Canola was specifically bred in the 1970s to reduce that compound. By federal regulation, food-grade canola oil must contain no more than 2% erucic acid. The name “canola” was originally a contraction of “Canadian oil, low acid,” reflecting that breeding goal. Modern canola oil bears little resemblance to its rapeseed ancestor in terms of fatty acid composition.

Where Canola Oil Fits in Your Diet

If your goal is reducing saturated fat intake, canola oil is one of the most effective cooking fat swaps you can make. Replacing butter or coconut oil with canola oil in everyday cooking significantly cuts the proportion of saturated fat in a meal. The American Heart Association specifically recommends substituting solid fats like butter, shortening, and lard with nontropical vegetable oils like canola.

Canola oil also fills a gap that olive oil doesn’t always cover. Its mild taste works in baked goods, dressings, and dishes where olive oil’s flavor would be out of place. And its omega-3 content, while not a replacement for fatty fish, adds a small but meaningful contribution to a nutrient most Western diets lack. For a cooking oil that balances low saturated fat, high unsaturated fat, a useful omega-3 boost, and a practical smoke point, canola oil checks more boxes than most alternatives.
