Doing cardio after lifting is not bad for most people. In fact, if you’re going to combine both in one session, lifting first and doing cardio second is the better order. The real question is how much cardio you’re adding, what type, and whether your nutrition supports both.
Why Exercise Order Matters
When you lift weights, your muscles rely on stored glycogen for fuel, and your performance depends heavily on showing up to the barbell fresh. A single resistance training session depletes muscle glycogen by roughly 21% on average, and high-volume sessions can burn through 24% to 40%. If you do cardio first, you tap into those same energy stores before you ever touch a weight, which means less fuel available for heavy sets and reduced force production.
Studies on highly trained individuals confirm this. When researchers had athletes perform strength training before endurance work (rather than the reverse), both groups saw substantial strength gains: 11.5% and 14.4% increases in squat strength over the study period. Most research showing negative effects on strength used the opposite sequence, with endurance training before lifting. The logic is straightforward: fatigued muscles can’t produce as much force, so you end up lifting lighter loads and getting a weaker training stimulus.
So if your priority is building muscle or getting stronger, always lift first. That part is well established.
The Interference Effect, Explained Simply
The concern about cardio after lifting comes down to competing signals inside your muscle cells. Resistance training flips on a molecular pathway (often called mTOR) that tells your muscles to build new protein and grow. Endurance exercise activates a different pathway (AMPK) that prioritizes energy efficiency and endurance adaptations. AMPK can dampen the mTOR signal, essentially telling your muscles to focus on energy production rather than growth.
This is called the interference effect, and it’s real at the cellular level. But the practical impact depends enormously on context. In controlled studies comparing resistance-only training to combined training, muscle growth differences are often small or nonexistent. One study measuring muscle size across multiple body sites found no significant differences between groups doing resistance training alone and groups doing combined resistance and aerobic training. Chest size improved in both groups, and thigh size actually improved only in the combined training group.
The interference effect becomes more relevant as volume and intensity of cardio increase. Twenty minutes of moderate cycling after squats is a very different stimulus than 80 minutes of hard running.
How Much Cardio Is Too Much
There’s no precise minute threshold where cardio flips from “fine” to “harmful,” but the pattern in the research is consistent: shorter, lower-impact cardio after lifting causes minimal interference, while long or intense sessions create more competition for recovery resources.
Running tends to cause more interference than cycling or rowing because of the eccentric muscle damage from repeated impact. Cycling is generally easier to recover from and shares less mechanical overlap with most lifting movements. High-intensity interval training kept brief (under 20 minutes) appears to be well tolerated even in the same session as heavy lifting, with one study showing 14.4% squat strength gains in athletes who did short interval cycling after their strength work.
A practical guideline: if you’re adding 20 to 30 minutes of moderate-intensity cardio after your lifting session, the interference effect is unlikely to meaningfully slow your progress. If you’re tacking on 60-plus minutes of hard running, you’re asking your body to recover from two demanding workouts simultaneously, and something will give.
Glycogen and Recovery Between Sessions
One underappreciated factor is what happens to your energy stores when you stack both types of training. After a lifting session has already depleted glycogen by 20% or more, adding cardio digs that hole deeper. Starting your next workout with low glycogen accelerates fatigue, impairs force production, and can compromise the quality of your following training session.
This matters most for people training frequently, such as those lifting four to six days per week. If you have 48 hours before your next session, your glycogen stores will likely recover on their own with normal eating. But if you’re training again within 24 hours, the compounding depletion becomes a real concern. Higher training volume (more sets) and longer sessions both increase glycogen depletion, so a high-volume leg day followed by a long run creates a bigger recovery debt than a short upper-body session followed by a bike ride.
The Hormonal Picture
Adding cardio after lifting does elevate cortisol, a stress hormone that in high concentrations can work against muscle repair. In one study of concurrently trained men, cortisol increased significantly regardless of exercise order, rising 92% to 169% above baseline. However, the group that did endurance before strength saw a blunted testosterone response compared to the group that lifted first. The strength-first group had a 58% increase in testosterone after training, while the endurance-first group’s testosterone change was not statistically significant.
This is another point in favor of lifting before cardio. The hormonal environment after your workout supports muscle repair better when resistance training comes first.
What to Eat to Offset the Downsides
Nutrition is the most actionable lever you have. The interference effect is partly driven by energy availability. When your body has adequate fuel, the competition between muscle-building and endurance signaling pathways is less pronounced.
Glycogen replenishment is the priority. Consuming about 1.2 grams of carbohydrate per kilogram of body weight per hour during the first few hours after training supports optimal glycogen resynthesis. For a 180-pound (82 kg) person, that’s roughly 100 grams of carbohydrates in the first couple of hours. Combining carbohydrates with protein increases the rate of glycogen restoration and simultaneously provides the amino acids your muscles need for repair. A post-workout meal or shake containing both is one of the simplest ways to support recovery when you’re doing both cardio and lifting in the same session.
If you train twice within 24 hours, post-exercise carbohydrate intake becomes especially important for maintaining performance in the second session.
When Separating Sessions Makes Sense
If maximizing muscle growth is your primary goal and you have scheduling flexibility, doing cardio and lifting in separate sessions (or on separate days) gives you the cleanest recovery window. This eliminates the acute competition between signaling pathways and lets you refuel between bouts.
That said, plenty of people combine both in one session and make excellent progress. The interference effect is a real physiological phenomenon, but for most recreational lifters doing moderate amounts of cardio, it’s a minor headwind rather than a roadblock. Cardiovascular fitness has its own significant health benefits, and skipping cardio entirely to avoid a small theoretical reduction in hypertrophy is a poor trade-off for most people. If your schedule only allows you to train once a day, lifting first and following with 20 to 30 minutes of moderate cardio is a solid, well-supported approach.
