Chicken provides iron, but it’s not an especially rich source. A 100-gram serving of roasted chicken breast contains about 1 mg of iron, while the same amount of dark meat (like thigh) offers slightly more at 1.13 mg. For context, adult men need 8 mg of iron per day and premenopausal women need 18 mg, so a typical chicken serving covers roughly 5 to 13% of your daily needs depending on your age and sex.
That said, the iron in chicken has a meaningful advantage over plant-based iron: your body absorbs it far more efficiently. Whether chicken “counts” as a good iron source depends on what you’re comparing it to and how much of the picture you’re looking at.
How Chicken Compares to Other Iron Sources
A standard 75-gram serving of chicken or pork provides about 0.9 mg of iron. The same serving size of beef or lamb delivers 1.5 to 2.4 mg, roughly two to three times as much. Red meat is consistently the strongest dietary source of iron among common proteins.
Plant foods can look impressive on paper. A half-cup of cooked spinach contains 3.4 mg of iron, which dwarfs a serving of chicken. But the type of iron matters enormously, and that’s where chicken quietly pulls ahead of many plant sources.
Why the Type of Iron Matters
Iron in food comes in two forms. Heme iron is found only in meat, fish, and poultry. Non-heme iron is found in plants, fortified foods, and also makes up a portion of the iron in meat. Your body absorbs heme iron at a rate of 15 to 35%, while non-heme iron absorption typically falls below 10% and is easily blocked by other things in your meal, like fiber, tannins in tea, or calcium.

Chicken Liver Is a Different Story
If you’re looking to boost iron intake from poultry, chicken liver is in a completely different league from breast or thigh meat. Organ meats are among the most iron-dense foods available. A small serving of chicken liver can provide several milligrams of highly absorbable heme iron, making it far more effective than muscle meat for addressing low iron levels. It’s not something most people eat regularly, but even occasional inclusion in your diet makes a noticeable difference.
How Cooking Affects Iron in Chicken
Cooking reduces the amount of iron your body can extract from chicken. Research from the University of Massachusetts tested four cooking methods (boiling, baking, sautéing, and deep-frying) on chicken breast heated to 165°F. All four methods decreased the amount of iron that was available for absorption compared to raw meat. The cooking process breaks down amino acids like cysteine and histidine that normally help your body pull iron out of the meat during digestion.
The study didn’t find one cooking method that preserved iron dramatically better than the others. The practical takeaway is that the iron values you see on nutrition labels, which are based on cooked meat, already reflect some of this loss. You won’t squeeze significantly more iron out of chicken by changing how you cook it.
Making Chicken Work as Part of Your Iron Intake
Chicken alone won’t meet your iron needs, but it plays a useful supporting role. Beyond its own iron content, meat, fish, and poultry contain compounds that boost absorption of non-heme iron from other foods eaten in the same meal. So pairing chicken with iron-rich plant foods like beans, lentils, or dark leafy greens helps you absorb more iron from the entire plate, not just the chicken itself.
For adult men and older adults who need 8 mg per day, a balanced diet that includes chicken regularly can contribute meaningfully. For premenopausal women who need 18 mg daily, chicken alone won’t close the gap. Combining it with fortified cereals, legumes, and vitamin C-rich foods (which also enhance non-heme iron absorption) is a more realistic strategy.
If you’re trying to maximize iron from poultry, prioritize dark meat over white, consider adding chicken liver to your rotation even occasionally, and pair chicken meals with plant-based iron sources to take advantage of the absorption-boosting effect. Chicken isn’t an iron powerhouse on its own, but it’s a reliable contributor when it’s part of a well-rounded approach.
