Chinese broccoli, also called gai lan, is one of the most nutrient-dense greens you can eat. A 100-gram serving delivers 33% of your daily vitamin C, 25% of your daily folate, and 10% of your daily vitamin A, all for very few calories. It also belongs to the Brassica family of vegetables, the same group as regular broccoli and kale, which means it comes loaded with protective plant compounds linked to lower cancer risk.

The standout nutrient in gai lan is vitamin C. At 33% of your daily value per 100-gram serving, it rivals many citrus fruits. Vitamin C supports immune function and helps your body absorb iron from plant foods, which matters if you eat gai lan as part of a vegetable-heavy meal.

Folate is the other major player. That same 100-gram portion covers about a quarter of the recommended daily intake. Folate is essential for cell division and DNA repair, and it’s especially important during pregnancy for preventing neural tube defects. Getting folate from whole foods like gai lan is more effective than many people realize, since dietary folate is well absorbed when it comes from cooked vegetables.

Vitamin A rounds out the profile at 10% of your daily value per serving, contributing to eye health and immune function. Gai lan also provides calcium, which brings us to one of its more surprising advantages.

Calcium You Can Actually Absorb

Many leafy greens contain calcium, but what matters is how much your body can use. Research from Creighton University measured calcium absorption from several Brassica vegetables and found that the absorption rate averaged about 51%, compared to 46% for milk. That difference is small but notable: your body pulls calcium out of Brassica greens slightly more efficiently than from dairy.

The reason comes down to oxalates. Oxalates are compounds in plants that bind to calcium and prevent your body from absorbing it. Spinach is the classic example, with 330 to 2,350 mg of oxalates per 100 grams. Chinese broccoli contains just 23 mg per 100 grams raw, and that drops to 7 mg when boiled. This extremely low oxalate content means the calcium in gai lan is highly available to your body, making it a genuinely useful source for people who avoid or limit dairy.

Cancer-Protective Plant Compounds

Like all Brassica vegetables, Chinese broccoli contains glucosinolates, sulfur-containing compounds that break down into biologically active molecules when you chew or chop the plant. Researchers have identified more than a dozen specific glucosinolates in gai lan, spanning three chemical families. The ones that matter most for health are glucoraphanin and glucobrassicin.

Glucoraphanin converts into sulforaphane, one of the most studied protective compounds in the vegetable kingdom. Sulforaphane activates your body’s own detoxification enzymes, the ones responsible for neutralizing potentially harmful chemicals before they can damage DNA. Research has linked these effects to protective activity against bladder, colon, and lung cancer specifically. Glucobrassicin, meanwhile, is the precursor to another compound called indole-3-carbinol, which works alongside sulforaphane as a potent anticancer agent.

Other glucosinolates in gai lan, including glucoerucin, act as antioxidants by breaking down peroxides, the reactive molecules that contribute to cell damage and aging. The slight bitterness you taste in Chinese broccoli comes from yet another breakdown product, derived from sinigrin, which is also found in mustard and horseradish.

How Cooking Affects the Nutrients

The way you cook gai lan has a real impact on what you get out of it. Steaming is the clear winner. A study comparing cooking methods on broccoli-family vegetables found that steaming caused no significant loss of vitamin C, while boiling destroyed about 33% and stir-frying followed by boiling wiped out 38%. Even microwaving and stir-frying alone lost 16% to 24%.

The story with glucosinolates is more nuanced. These compounds need an enzyme called myrosinase to convert into their active forms like sulforaphane. High heat inactivates this enzyme. Cooking oil preheated to 200°C (about 390°F) shuts down myrosinase rapidly. Gentler methods preserve both the glucosinolates and the enzyme needed to unlock their benefits. If you prefer stir-frying your gai lan (which is the most common preparation in Chinese cooking), keeping cook times short and heat moderate helps retain more of these protective compounds. Another trick is to chop the vegetable a few minutes before cooking, giving the enzyme time to do its work before heat deactivates it.

Boiling does have one advantage: it slashes the already-low oxalate content from 23 mg to just 7 mg per 100 grams, which further improves calcium availability. If calcium absorption is your priority, a quick blanch is worthwhile.

How It Compares to Regular Broccoli

Chinese broccoli and regular broccoli are close relatives, and nutritionally they’re in the same league. Gai lan tends to have thicker stems and smaller florets, so you’re eating more stem per bite. This gives it a slightly different texture but doesn’t significantly change the nutritional picture. Both deliver strong vitamin C, folate, and glucosinolates. Gai lan’s folate content at 25% of your daily value per 100 grams is competitive with regular broccoli, and its vitamin A content is comparable.

The main practical difference is flavor and versatility. Chinese broccoli has a slightly more bitter, robust taste that holds up well to oyster sauce, garlic, and high-heat cooking. If you already eat regular broccoli, adding gai lan to your rotation gives you a similar nutritional profile with a different culinary range. Both are among the healthiest vegetables you can choose.

Who Benefits Most

Chinese broccoli is a smart choice for almost anyone, but a few groups benefit especially. People who don’t eat dairy get a calcium source with better absorption than milk and virtually no oxalate interference. Pregnant women benefit from the high folate content. And anyone looking to increase their intake of cancer-protective compounds gets a vegetable that contains the full suite of glucosinolates found across the Brassica family, concentrated in a single green.

There are no significant safety concerns with Chinese broccoli for most people. Its oxalate content is negligible compared to greens like spinach, so it’s not a concern for kidney stone risk. People taking blood-thinning medications should be aware that, like most dark leafy greens, gai lan contains vitamin K, which affects how those medications work. Consistency in intake matters more than avoidance in that case.
