Fish is one of the best sources of protein you can eat. A 3-ounce serving of cooked tuna delivers about 24 grams of protein, roughly the same as chicken or beef, but with less connective tissue and a nutrient profile that’s hard to beat. Beyond the raw numbers, fish protein is among the most digestible and complete of any animal source.
How Fish Compares to Other Meats
Gram for gram, fish holds its own against every other popular protein. A 3-ounce cooked serving of skipjack tuna provides about 24 grams of protein. Wild coho salmon comes in just behind at around 23 grams per serving. Atlantic cod is slightly lower at roughly 19 grams, which reflects its ultra-lean flesh.
For comparison, a 3-ounce serving of braised beef top round has about 29 grams, and roasted turkey breast has about 26 grams. Beef and turkey do edge out most fish per serving, but the margin is smaller than many people expect. And when you factor in what else comes along with that protein (saturated fat, calories, and micronutrients), fish often comes out ahead as a total package.
The practical difference shrinks even further once you consider portion size. Most people eat more than 3 ounces of fish in a sitting. A typical salmon fillet at a restaurant runs 5 to 6 ounces, which puts you at 35 to 45 grams of protein in a single meal.
Why Fish Protein Is Easier to Absorb
Not all protein is created equal. Your body breaks down and uses fish protein more efficiently than protein from most land animals. Fish muscle fibers are shorter, and the flesh contains far less connective tissue than beef or pork. Instead of long, tough fibers held together by thick collagen, fish muscle is arranged in flaky segments separated by thin sheets of tissue. That structural difference is why fish feels tender and flakes apart easily, and it’s also why your digestive system processes it faster.
Protein quality is measured on a standardized scale that accounts for both amino acid content and digestibility. Fish consistently scores between 0.9 and 1.0 out of a possible 1.0, placing it at the top alongside eggs and dairy. Fish is particularly rich in essential amino acids your body can’t make on its own, including lysine, methionine, and tryptophan. This makes fish an effective complement to plant-based proteins, which are often low in one or more of these amino acids.
The Omega-3 Advantage
No other common protein source delivers significant omega-3 fatty acids the way fish does. These are the fats linked to lower inflammation, better heart health, and improved brain function. Chicken, beef, and pork contain only trace amounts.
Fatty fish are the richest sources. Per 100 grams of edible flesh, farmed Atlantic salmon contains about 1.8 grams of combined EPA and DHA (the two omega-3s your body uses most readily). Lake trout delivers roughly 1.6 grams. Even canned sardines provide about 1 gram per 100 grams. Leaner fish like cod and tilapia have less, but they still contribute meaningful amounts that you won’t find in a chicken breast.
This means that choosing fish as your protein source does double duty. You’re meeting your protein needs and getting omega-3s without needing a separate supplement.
How Much Fish to Eat Each Week
The Dietary Guidelines for Americans recommend at least 8 ounces of seafood per week for adults on a 2,000-calorie diet. The EPA and FDA suggest eating two to three servings per week from low-mercury “Best Choices” fish, or one serving per week from the “Good Choices” category. At two to three servings, you’re getting roughly 38 to 57 grams of protein per week from fish alone, on top of whatever other protein you eat.
For pregnant or breastfeeding women, the recommendation is 8 to 12 ounces per week, chosen from lower-mercury options. The protein and omega-3 benefits are considered important enough during pregnancy that the guidance encourages more fish, not less, as long as mercury exposure stays low.
Mercury: What to Watch For
Mercury is the main safety concern with fish, and it varies dramatically by species. The FDA categorizes fish into three tiers based on average mercury concentration per gram of flesh.
- Best Choices (safe for 2 to 3 servings per week): Fish averaging 0.15 micrograms of mercury per gram or less. This includes salmon, sardines, cod, tilapia, shrimp, pollock, and catfish. These are the species you can eat most freely.
- Good Choices (limit to 1 serving per week): Fish with mercury levels between 0.15 and 0.46 micrograms per gram. This group includes halibut, mahi mahi, snapper, and albacore tuna.
- Choices to Avoid: Fish averaging above 0.46 micrograms per gram. King mackerel, shark, swordfish, tilefish from the Gulf of Mexico, and bigeye tuna fall into this category.
The good news is that the most popular and affordable fish in the U.S., including salmon, canned light tuna, shrimp, and cod, all fall into the lowest mercury tier. You can eat them multiple times a week without concern.
Best Fish Choices for Protein
If your primary goal is protein, tuna and salmon are the top performers. Tuna is exceptionally lean, with nearly all its calories coming from protein. Salmon trades a bit of that leanness for a far higher omega-3 content, making it the best all-around choice for most people. Both deliver over 20 grams of protein per 3-ounce serving.
Cod and other white fish are great if you want very low-calorie protein. A serving of cod has under 90 calories while still providing close to 20 grams of protein. Canned sardines are an underrated option: high in protein, high in omega-3s, low in mercury, inexpensive, and they require zero cooking.
For budget and convenience, canned tuna and canned salmon are among the cheapest protein sources available, often costing less per gram of protein than fresh chicken breast. They’re shelf-stable, require no preparation beyond opening the can, and retain their full protein and omega-3 content through the canning process.
