Is It Bad to Run Twice a Day? Risks and Benefits

Running twice a day isn’t inherently bad. For many runners, it’s a legitimate training strategy that can improve fitness without requiring one long, grueling session. But it does carry real risks if you ramp up too quickly, skip recovery, or don’t fuel properly. Whether doubles help or hurt depends almost entirely on how you implement them.

Who Actually Benefits From Two Runs a Day

Doubling up on runs is common among competitive distance runners who need to log high weekly mileage. If you’re already running 50 or more miles per week, splitting some of that volume across two shorter sessions can actually be easier on your body than cramming it into one long run. Two 30-minute runs place less continuous stress on your joints and connective tissue than a single 60-minute effort, even though the total volume is similar.

If you’re a newer runner or someone logging fewer than 30 miles per week, there’s little reason to run twice a day. You’d benefit more from adding a single extra day of running per week or gradually lengthening your existing runs. Doubles become useful when your schedule can’t accommodate a single longer run, or when your training plan calls for more volume than you can comfortably fit into one session.

What Happens in Your Body

A 2019 study comparing twice-daily and once-daily training found that both approaches produced similar changes in muscle structure and key aerobic enzymes. The twice-daily group, however, showed one distinct advantage: improved mitochondrial efficiency, meaning their muscle cells got better at producing energy from oxygen. That same group also reported that hard efforts felt easier over time, a meaningful edge for endurance athletes.

The second run of the day also creates a unique metabolic situation. By the time you head out again, your muscles have burned through some of their stored carbohydrate (glycogen) from the morning session. Training in this partially depleted state sends stronger signals to your muscle cells to improve their ability to burn fat for fuel. This is the basis of what sports scientists call “train low” strategies, and it can enhance endurance adaptations over time.

There’s a catch, though. Running on low glycogen makes the session feel significantly harder, both physically and mentally. And if your carbohydrate intake doesn’t keep pace with the extra training, your glycogen stores can drop progressively over several days. When they reach critically low levels, your performance tanks, your blood sugar can dip into a hypoglycemic range, and both physical and mental function suffer. The adaptation benefits only work if you’re eating enough to support the extra load on most days.

The Injury Risk Is Real

Overuse injuries are the primary concern with any increase in running volume or frequency. In a large cohort study of over 5,200 runners, 35% sustained a running-related injury, and 72% of those were overuse injuries rather than acute ones like ankle sprains. The strongest predictor of overuse injury wasn’t total mileage. It was sudden spikes in training load.

When a single session’s distance exceeded the longest run from the previous 30 days by more than 10%, injury rates jumped 64%. Moderate spikes (30% to 100% above the recent max) raised the risk by 52%, and large spikes over 100% more than doubled it. Adding a second daily run is exactly the kind of spike that triggers these injuries if you don’t phase it in gradually. Your bones, tendons, and cartilage adapt more slowly than your cardiovascular system, so feeling “fine” aerobically doesn’t mean your tissues are ready for the extra load.

How to Start Safely

The World Marathon Majors recommends beginning with a 20 to 30 minute easy run added one to three afternoons or evenings per week. Keep it in your aerobic zone, meaning conversational pace, nothing faster. This lets your body adapt to the increased frequency without a dramatic jump in stress.

Spacing matters. Allow at least six to eight hours between your two sessions to give your muscles time to begin repairing and partially restore glycogen. A morning and evening schedule works well for most people. If you can only manage four or five hours between runs, keep the second session especially short and easy.

The 10% rule still applies to your total weekly mileage. If you’re running 30 miles a week and you add three easy 2-mile shakeout runs, that’s a 20% jump, which is too aggressive. A safer approach is to redistribute some of your existing mileage into doubles first. For example, turn a scheduled 8-mile day into a 5-mile morning run and a 3-mile evening run. Once your body adjusts to the frequency over a few weeks, you can begin adding small amounts of new volume.

Hormonal Stress and Recovery

Every run raises cortisol, your body’s primary stress hormone. During prolonged running, cortisol levels climb to roughly 1.5 times their baseline and stay elevated into the evening. Testosterone, which supports muscle repair, drops during the run and stays suppressed for hours. This creates a temporary catabolic state where your body is breaking tissue down faster than it builds it up.

The good news is that recovery flips this ratio. In the days following hard training, cortisol drops below normal resting levels while testosterone rises above baseline, creating a strong anabolic, or rebuilding, environment. But this rebound only happens if you actually recover. Running twice a day with insufficient rest, sleep, or calories can keep you stuck in that catabolic state, which is the first step toward overtraining.

Signs You’re Doing Too Much

There’s an important distinction between “overreaching,” which is a short-term performance dip that resolves in a few days and often leads to a fitness boost, and true overtraining syndrome, which can take weeks or months to recover from. The symptoms of overtraining overlap with many other conditions, which makes it tricky to identify early. The most reliable warning signs include:

  • Persistent underperformance that doesn’t improve with a few rest days
  • Chronic fatigue and muscle soreness that lingers despite adequate sleep
  • Increased effort perception, where your usual easy pace suddenly feels hard
  • Sleep disturbances, particularly difficulty falling asleep or waking unrefreshed
  • Elevated resting heart rate, especially measured first thing in the morning
  • Mood changes like irritability, low motivation, or feelings of depression
  • Frequent illness, especially recurring colds or upper respiratory infections
  • Loss of appetite or digestive issues

One or two of these in isolation can mean anything. But a cluster of three or more that persists beyond a recovery week is a strong signal to cut back. Tracking your morning heart rate and keeping a simple training diary noting fatigue, soreness, and motivation are the most practical tools for catching problems early. If you add doubles and notice these symptoms creeping in, drop back to single runs for at least a week before trying again at a lower volume.

Fueling for Two Sessions

The biggest mistake runners make with doubles is not eating enough between sessions. Your muscles need carbohydrates to restore glycogen, and they need protein to repair damage from the first run. A meal or substantial snack with both carbs and protein within an hour or two of your morning run gives your body a head start on recovery before the second session.

If you’re deliberately training in a glycogen-depleted state for adaptation benefits, limit that approach to one or two easy sessions per week. Doing it every day will steadily drain your energy stores and leave you unable to maintain quality in any of your runs. The goal is to periodize your nutrition: some sessions fueled for performance, others strategically low for adaptation. Running every double on empty is a fast track to burnout.
