Kale is significantly more nutrient-dense than lettuce by almost every measure. In head-to-head comparisons across vitamins and minerals, kale comes out ahead in 9 out of 10 categories for both vitamins and minerals. That said, lettuce has its own advantages, and the best choice depends on how you plan to use each green.
How the Nutrients Stack Up
The gap between kale and lettuce is wide when it comes to micronutrients. A comparable serving of kale delivers roughly two to three times the vitamin A and twice the vitamin C of romaine lettuce. Kale is also one of the richest plant sources of vitamin K, providing several times your daily requirement in a single cup. Romaine and iceberg trail far behind on all three counts.
Kale also packs more protein and fiber per serving than any common lettuce variety. A cup of raw chopped kale has roughly 1 to 1.5 grams of fiber, while iceberg lettuce is closer to half a gram. The calorie difference is minimal (both are very low), so you’re getting more nutrition per bite with kale without any real caloric cost.
Where lettuce holds a small edge is water content. Iceberg lettuce is about 96% water, making it slightly more hydrating by volume. If you’re looking for a crisp, refreshing base that adds bulk to a meal without much flavor competition, iceberg does that job well.
Calcium You Can Actually Absorb
One of kale’s most underrated strengths is its calcium. Not only does kale contain a meaningful amount of calcium per serving, but your body absorbs it exceptionally well. A study measuring calcium absorption in women found that about 41% of kale’s calcium was absorbed, compared to 32% from milk. That’s a notable difference, and it’s unusual for a plant food.
The reason comes down to oxalates, compounds that bind to calcium and prevent your body from using it. Spinach is loaded with oxalates, which is why its calcium is largely unavailable. Kale, by contrast, is very low in oxalates: about 2 milligrams per chopped cup. Iceberg and romaine lettuce contain essentially zero oxalates, but they also contain very little calcium to begin with, so the comparison favors kale.
Antioxidants and Protective Compounds
Kale belongs to the cruciferous vegetable family alongside broccoli, Brussels sprouts, and cabbage. This family produces sulfur-containing compounds called glucosinolates, which break down into substances that have been widely studied for their role in supporting the body’s natural detoxification processes. You won’t find these compounds in lettuce.
Lettuce isn’t without its own beneficial plant chemicals, though. Romaine and especially red leaf lettuce contain phenolic acids like chlorogenic acid, along with flavonoids such as quercetin and luteolin. These act as antioxidants and are present in meaningful amounts, particularly in darker-leafed varieties. Red and green leaf lettuces outperform iceberg considerably in this area. Still, kale’s combination of glucosinolates, carotenoids, and flavonoids gives it a broader protective profile overall.
The Thyroid Question
Kale contains goitrogens, substances that can interfere with the thyroid gland’s ability to absorb iodine. This concern comes up frequently, but the practical risk is very low. According to Mayo Clinic, the amount of kale you’d need to eat to meaningfully affect thyroid function is far larger than most people would ever consume in a normal diet.
If your thyroid is healthy, regular kale consumption poses no documented risk. If you’re already taking thyroid hormone replacement for an underactive thyroid, the concern is even less relevant, because the medication bypasses the gland entirely. Cooking kale also reduces its goitrogen content. Lettuce contains no goitrogens, so this is a non-issue for any lettuce variety.
Pesticide Residue
One area where kale fares worse is pesticide contamination. On the Environmental Working Group’s 2026 Dirty Dozen list, kale, collard greens, and mustard greens rank number two. More than half of kale samples tested were found to contain a possibly cancer-causing pesticide. Lettuce also appears on pesticide residue lists, but generally carries a lower chemical load than kale.
If pesticide exposure concerns you, buying organic kale makes a meaningful difference. Washing conventional kale thoroughly helps but doesn’t remove all residues, since some pesticides are absorbed into the leaf tissue rather than sitting on the surface.
When Lettuce Is the Better Choice
Nutritional density isn’t the only factor that matters. Lettuce is milder, crisper, and far more versatile as a salad base. Most people eat lettuce in much larger volumes than they would kale, which is tougher and more intensely flavored. A big romaine salad is easy to finish. A big raw kale salad takes commitment.
This matters because the healthiest green is the one you actually eat consistently. If swapping kale into your routine means you eat fewer greens overall because you don’t enjoy it as much, you’re not gaining anything. Romaine lettuce in particular is a solid middle ground: it has more vitamins and minerals than iceberg while still being pleasant to eat raw in large quantities.
For cooking, smoothies, or dishes where greens are mixed into other flavors, kale is the clear winner nutritionally. For everyday salads and sandwiches, lettuce works perfectly well. Eating both regularly gives you the broadest range of nutrients and plant compounds, since they each bring different things to the table.
