Kale contains iron, but it’s not a particularly high source. A cup of raw kale provides just 0.34 mg of iron, which covers about 2% of the daily recommended intake. That’s a modest amount, and understanding how kale fits into your overall iron intake requires a closer look at serving sizes, how your body absorbs plant iron, and how kale compares to other foods.
How Much Iron Is in Kale
The iron content of kale depends heavily on how you eat it. Raw kale is bulky but lightweight, so a cup of raw chopped kale (about 21 grams) delivers only 0.34 mg of iron. Cooking shrinks kale dramatically, meaning you eat far more of it per cup. A cup of cooked, boiled kale provides roughly 1.22 mg of iron, more than three times the raw amount, simply because you’re consuming more plant material.
For context, the NIH recommends 8 mg of iron per day for adult men and 18 mg per day for women aged 19 to 50. Pregnant women need 27 mg. So even a full cup of cooked kale covers about 7% to 15% of the daily target depending on your age and sex. You’d need to eat a lot of kale to meet your iron needs from this source alone.
Kale vs. Spinach and Red Meat
Spinach is often the leafy green people think of first for iron, and it does edge out kale. A cup of raw spinach provides about 5% of the daily recommended intake compared to kale’s 2%. On a per-cup basis, spinach delivers roughly two and a half times more iron than raw kale.
The gap between kale and red meat is much wider. A 3-ounce serving of cooked beef shank contains 3.28 mg of iron, and a serving of bison provides 4.13 mg. That single serving of bison delivers more iron than three cups of cooked kale. Red meat also contains a different form of iron that the body absorbs far more efficiently, which makes the practical gap even larger than the numbers suggest.
Why Plant Iron Is Harder to Absorb
All the iron in kale is non-heme iron, the form found in every plant food. Your body absorbs non-heme iron at a much lower rate than the heme iron found in meat, poultry, and fish. In human studies, iron absorption from kale meals averaged around 10.7% to 11.2%. That means if you eat a cup of cooked kale with 1.22 mg of iron, your body actually takes in roughly 0.13 mg.
Kale does have one advantage over spinach in this department. Many people assume spinach’s higher iron content makes it the better choice, but spinach is loaded with oxalic acid, a compound that can bind to minerals. Kale is naturally low in oxalic acid. In a study published in the European Journal of Clinical Nutrition, researchers found that iron absorption from kale was about 11% compared to roughly 8% from spinach. Even when researchers added oxalic acid directly to kale meals, absorption stayed the same, suggesting oxalic acid may not be the iron blocker it’s often made out to be. Still, kale’s lower oxalate content and comparable absorption rate make it a reasonable leafy green for iron.
How to Get More Iron From Kale
A few simple kitchen strategies can meaningfully increase how much iron your body pulls from kale. The most effective is pairing kale with vitamin C-rich foods. Vitamin C converts non-heme iron into a form that’s easier for your gut to absorb. Squeezing lemon juice over sautéed kale, tossing it into a salad with bell peppers, or eating it alongside tomatoes or citrus all help.
Eating kale alongside meat, poultry, or fish also boosts non-heme iron absorption. The heme iron in animal foods appears to enhance uptake of the non-heme iron eaten at the same meal, so adding kale as a side dish to chicken or salmon is more effective than eating it on its own.
Cooking kale in a cast iron skillet is another practical trick. Some iron from the pan leaches into the food during cooking, especially when acidic ingredients like tomatoes or vinegar are involved. This won’t transform kale into a high-iron food, but it adds a small boost that accumulates over time.
Where Kale Fits in an Iron-Rich Diet
Kale is better thought of as a supporting player for iron rather than a star source. Its real nutritional strengths lie elsewhere: it’s exceptionally rich in vitamins A, C, and K, and it provides calcium, fiber, and antioxidants. The vitamin C it naturally contains even helps with absorbing the small amount of iron it provides, creating a built-in efficiency that some other greens lack.
If you’re relying on plant foods for iron, the most effective strategy is combining multiple moderate sources throughout the day rather than counting on any single vegetable. Lentils, chickpeas, tofu, fortified cereals, and pumpkin seeds all deliver more iron per serving than kale. Adding kale to meals built around these foods increases your total intake and takes advantage of kale’s vitamin C content to improve absorption from everything on the plate.
