Lifting weights is one of the most effective exercises for long-term weight loss, even though it burns fewer calories per session than running or cycling. Its real advantage lies in what happens after the workout: building muscle tissue that raises your resting metabolism, improving how your body processes sugar and fat, and reshaping your body composition in ways the scale doesn’t always reflect.
Why the Scale Can Be Misleading
One of the most common frustrations with weightlifting for weight loss is stepping on a scale and seeing little change, or even a slight increase. This happens because muscle is denser than fat. Fifteen extra pounds of muscle takes up noticeably less space than fifteen pounds of fat, so you can look and feel leaner while weighing the same or more. This is why body measurements, how your clothes fit, and progress photos are better indicators of fat loss than the number on the scale.

A typical weightlifting session burns fewer calories in the moment than a comparable cardio session. The bigger payoff from lifting is the muscle you build. Muscle tissue is metabolically active, meaning it burns calories around the clock, even when you’re sitting on the couch. Each pound of muscle burns roughly 4.5 to 7 calories per day at rest. Fat tissue, by comparison, burns 50 to 100 times less energy per pound.
That might sound modest per pound, but it compounds. Someone who gains 10 pounds of muscle over a year of training could burn an extra 45 to 70 calories daily at rest, which translates to several thousand additional calories burned per year without any extra effort. More importantly, the metabolic benefits extend beyond the muscle itself. Organs involved in supporting that muscle tissue (heart, liver, kidneys) have metabolic rates 15 to 40 times greater than muscle per unit of weight, and they work harder when you have more lean mass to maintain.
How Lifting Changes the Way Your Body Uses Fat
Skeletal muscle is responsible for up to 80% of your body’s sugar uptake when insulin is active. The more muscle you carry, the greater your storage capacity for blood sugar, which means your body doesn’t need to convert as much of it to fat. Strength training also improves the blood vessel network within your muscles, creating more surface area for oxygen and nutrients to reach muscle fibers. This improved circulation acts like opening more lanes on a highway: your body can deliver and burn fuel more efficiently.
Resistance training also changes how your muscles handle fat stored within them. Normally, sluggish turnover of fat droplets inside muscle fibers is a hallmark of insulin resistance. Lifting weights increases the breakdown and use of these intramuscular fat stores, essentially teaching your muscles to cycle through their local fat supply rather than letting it sit idle. After just six weeks of resistance training, muscles show increased use of their stored fat during moderate-intensity activity. This means lifting doesn’t just burn calories directly. It reprograms your muscles to be better fat-burning machines during every other activity you do throughout the day.
Protecting Muscle During a Calorie Deficit
When you eat fewer calories than you burn, your body doesn’t exclusively pull energy from fat. It also breaks down muscle for fuel. Without resistance training, a significant portion of the weight you lose on a diet comes from lean tissue, which slows your metabolism and makes regaining weight easier. This is one of the main reasons people yo-yo after dieting.
A study of 160 obese adults over 65 compared three exercise approaches alongside a reduced-calorie diet: aerobic training alone, resistance training alone, and a combination of both. After 26 weeks, all three exercise groups lost an average of 9% of their body weight. But the resistance training and combination groups retained significantly more muscle mass and gained more strength than the aerobic-only group. The takeaway is straightforward: if you’re cutting calories to lose weight, lifting weights protects the muscle that keeps your metabolism running. Cardio alone doesn’t offer the same protection.
How Often You Need to Lift
The CDC recommends at least two days per week of muscle-strengthening activity that targets all major muscle groups: legs, hips, back, abdomen, chest, shoulders, and arms. That’s the minimum for health benefits. For weight loss specifically, three to four sessions per week gives your body more stimulus to build and maintain muscle while increasing your total weekly calorie burn.
Focus on multi-joint movements like squats, deadlifts, rows, presses, and lunges. These recruit large amounts of muscle across multiple joints simultaneously, which drives a higher heart rate, greater calorie expenditure, and a stronger post-workout metabolic response than single-joint exercises like bicep curls or leg extensions. You don’t need to spend hours in the gym. Sessions of 30 to 45 minutes built around these compound movements, performed with enough intensity that your last few reps feel genuinely challenging, are enough to trigger the metabolic and body composition benefits described above.
Lifting Plus Cardio Versus Lifting Alone
Combining resistance training with some form of aerobic exercise gives you the best of both worlds. Cardio burns more calories per minute during the session, which can accelerate a calorie deficit. Lifting builds and preserves muscle, raises resting metabolism, and improves how your body processes fat and sugar. The 26-week study on obese adults found that the combination group matched the weight loss of the other groups while also retaining muscle and gaining strength.
If you have limited time, prioritize lifting. The metabolic adaptations it creates, including higher resting calorie burn, improved insulin sensitivity, and better fat oxidation, persist 24 hours a day, not just during the workout. You can layer in brisk walking, cycling, or other moderate cardio on off days or after lifting sessions to boost your overall energy expenditure without cutting into recovery.
