Is Rowing Bad for Your Back? Causes and Fixes

Rowing is not inherently bad for your back, but it does place meaningful stress on the lower spine, and technique matters more here than in almost any other exercise. Low back pain is the single most common injury in rowing, affecting anywhere from 25% to 81% of competitive athletes annually. That wide range tells you something important: how you row determines whether the movement strengthens your back or breaks it down.

What Rowing Does to Your Spine

Each rowing stroke generates substantial compressive force on the lumbar spine. A study of female rowers measured peak compressive forces averaging about 2,700 newtons at the lower back, with shear forces (the sideways sliding force between vertebrae) around 660 newtons. For context, 2,700 newtons is roughly equivalent to stacking 275 kilograms on your lower spine for a brief moment. That’s a significant load, repeated hundreds or thousands of times per session.

These forces aren’t constant throughout the stroke. They peak during the drive phase, when you push off with your legs and pull the handle toward your torso. The catch position, where you’re compressed forward with knees bent and arms extended, is the moment your lumbar spine is most vulnerable. At the catch, your lower back is flexed forward near its end range, and loading a spine at its maximum flexion is one of the most reliable ways to injure a disc over time.

Why So Many Rowers Get Low Back Pain

Cohort studies tracking rowers over time consistently find that 53% to 57% develop low back pain. Several specific factors drive that number up or down.

Excessive time on ergometers (indoor rowing machines) is one of the strongest risk factors. Stationary ergometers force your body to do all the moving while the machine stays fixed, which increases compressive forces on the lumbar spine compared to rowing on water or using a slide-based ergometer (where the machine moves underneath you). Fatigue is another major contributor. As your core muscles tire during long sessions, your spine loses its muscular support and absorbs more force directly through the discs and ligaments. Poorly developed breathing patterns also play a role, because your deep respiratory muscles double as spinal stabilizers.

The catch position deserves special attention. Hyperflexion of the lumbar spine at the catch, meaning your lower back rounds excessively as you reach forward, is repeatedly identified as a key injury mechanism. This is the single most common technique error that leads to back problems in rowers at every level.

When Rowing Actually Helps Your Back

Done correctly, rowing is one of the better exercises for building the muscles that protect your spine. The movement engages your entire posterior chain: the muscles running along your spine, your glutes, your lats, and the deep stabilizers around your pelvis. Strengthening these muscles is exactly what physical therapists prescribe for chronic low back pain prevention.

The key distinction is between rowing with a neutral spine and rowing with a rounded one. When you maintain a firm, relatively flat back throughout the stroke, the load transfers through your muscles rather than grinding into your discs. Your legs do the heavy work at the catch, your back maintains its position, and your arms finish the pull. In this pattern, each stroke is essentially a controlled deadlift combined with a horizontal pull, two movements widely used in back rehabilitation.

Technique Fixes That Protect Your Back

The most important correction is eliminating excessive forward lean at the catch. You don’t need to reach as far as possible to get an effective stroke. Your shins should be roughly vertical, your arms extended, and your torso tilted forward only about 15 degrees past upright. If your lower back visibly rounds at the catch, you’re going too far.

“Shooting the slide” is another common problem. This happens when your legs push back but your torso doesn’t move with them, creating a moment where your back is forced to catch up under load. The fix is to think about pushing with your legs and holding your back angle steady until your legs are nearly straight, then swinging the torso open.

Foot stretcher height also makes a measurable difference. Research on ergometer setup found that raising the foot stretcher significantly reduced forward lean at the catch. In the study, raising the stretchers by about 7 centimeters reduced hip flexion and trunk rotation at the catch meaningfully. If your rowing machine allows you to adjust the foot plate height, experimenting with a slightly higher position can reduce how much your spine has to flex at the front of each stroke.

Machine Settings and Session Structure

One of the most common mistakes on indoor rowers is cranking the resistance too high. On a Concept2, the drag factor should sit around 110 to 130 for most people. Higher settings force you to pull harder on every stroke, which increases spinal loading without necessarily improving your workout. A lower drag factor lets you focus on speed and technique, which builds fitness more safely.

Session length matters as much as intensity. Because fatigue is a major risk factor for back injury, shorter and more focused rowing sessions tend to be safer than grinding through long, slow pieces with deteriorating form. If you’re rowing for general fitness rather than competitive training, 20 to 30 minute sessions with consistent technique will do more for your back than hour-long sessions where your form falls apart in the final third.

Slide-based ergometers, where the machine’s body moves back and forth on rails beneath you, reduce the compressive forces on your spine compared to standard stationary ergometers. If you have a history of back problems and row frequently, this style of machine is worth considering.

Who Should Be Cautious

If you have an existing disc herniation, particularly in the lower lumbar spine, the repeated flexion and compression of rowing can aggravate it. The catch position specifically loads the spine in the direction that pushes disc material backward toward the nerves. This doesn’t mean rowing is permanently off the table, but it means you’d want to limit your forward reach, keep resistance low, and build up volume gradually.

People with spinal stenosis, where the nerve channels in the spine are narrowed, sometimes find that the forward-flexed position at the catch actually feels better than standing upright. But the repetitive compressive loading can still cause problems over time. The response is individual enough that blanket advice doesn’t work well here.

For most people without pre-existing spinal conditions, rowing at moderate intensity with sound technique is a net positive for back health. The muscles it builds are exactly the ones your spine needs for long-term resilience. The risks come from poor form, excessive volume, and too much resistance, all of which are controllable.
