Salt and sodium are not the same thing, though the two words are often used interchangeably on food packaging and in health advice. Sodium is a chemical element, one single component of salt. Table salt is a compound made of two elements: sodium and chloride. By weight, salt is only about 39% sodium, with chloride making up the remaining 61%. This distinction matters because nutrition labels list sodium in milligrams, while dietary guidelines sometimes refer to grams of salt, and mixing up the two can throw off your numbers significantly.
Why the Difference Matters
When a nutrition label says a serving contains 500 mg of sodium, that’s not the same as 500 mg of salt. Because sodium makes up roughly 39% of salt’s total weight, you need to multiply the sodium number by about 2.5 to get the equivalent amount of salt. So 500 mg of sodium translates to about 1,250 mg (1.25 grams) of salt.
This conversion matters when you’re comparing advice from different sources. The World Health Organization recommends less than 2,000 mg of sodium per day, which equals less than 5 grams of salt, or just under a teaspoon. The U.S. Dietary Guidelines set the limit slightly higher at 2,300 mg of sodium, roughly one teaspoon of table salt. If you read “5 grams of salt” and think that means 5,000 mg of sodium, you’d overshoot the recommendation by more than double.
What Sodium Actually Does in Your Body
Sodium is an essential mineral that your body uses to regulate fluid balance. It directly affects how much water your blood and tissues hold onto. When sodium levels rise, your body retains more water to keep concentrations in balance, which increases blood volume and can raise blood pressure. When levels drop too low, your kidneys trigger the release of a hormone called aldosterone, which tells them to hold onto sodium and reduce urine output until blood volume recovers.
Your body has a sophisticated monitoring system for this. Sensors in the heart, blood vessels, and kidneys constantly track both blood volume and sodium concentration. When either gets too high, the kidneys ramp up sodium excretion. When either drops too low, a second hormone from the pituitary gland tells the kidneys to conserve water. This is why high sodium intake is consistently linked to elevated blood pressure: more sodium means more retained fluid means more pressure against artery walls.
U.S. Food Labels List Sodium, Not Salt
In the United States, food packaging is required to list sodium content in milligrams, not total salt. This can be confusing because the terms get used loosely in marketing. The FDA defines specific thresholds for sodium-related claims on packaging:
- “Sodium free” means less than 5 mg of sodium per serving.
- “Very low sodium” means 35 mg or less per serving.
- “Low sodium” means 140 mg or less per serving.
- “Reduced sodium” means the product has less sodium than the original version, but it could still be high overall.
Keep in mind that “reduced sodium” is relative. A can of soup labeled “reduced sodium” might still contain several hundred milligrams per serving. Always check the actual milligram count rather than relying on the front-of-package claim.
Where Most of Your Sodium Comes From
The salt shaker on your table is not the main source of sodium in most people’s diets. CDC data found that the average American consumed 3,266 mg of sodium per day before even counting salt added at the table. About 65% of that sodium came from store-bought foods, and another 25% came from restaurants.
The biggest contributors might surprise you. Bread and rolls alone accounted for 7.4% of daily sodium intake, more than any other single food category. Cold cuts and cured meats added 5.1%, pizza contributed 4.9%, and poultry (including processed chicken products) added 4.5%. Soups, sandwiches, cheese, pasta dishes, and savory snacks rounded out the top ten. Together, just these ten categories supplied 44% of all the sodium people consumed. None of them taste particularly “salty” in the way chips or pretzels do, which is exactly why sodium adds up so quickly without your noticing.
Sea Salt and Himalayan Salt Still Contain Sodium
Switching from table salt to sea salt, Himalayan pink salt, or kosher salt does not reduce your sodium intake. According to the Mayo Clinic, sea salt and table salt contain comparable amounts of sodium by weight. The chemical compound is the same: sodium chloride. Sea salt and specialty salts may contain trace minerals that give them different colors or subtle flavor differences, but those minerals are present in tiny amounts that have no meaningful nutritional impact.
The one practical difference is crystal size. Kosher salt has larger, flakier crystals, so a teaspoon of kosher salt contains slightly less sodium than a teaspoon of fine table salt simply because fewer crystals fit in the spoon. By weight, though, the sodium content is effectively identical. If you’re measuring by weight rather than volume, switching salt types changes nothing about your sodium intake.
How to Track What You’re Actually Eating
Because labels report sodium and guidelines sometimes reference salt, having the conversion handy simplifies things. Multiply sodium in milligrams by 2.5 to get the equivalent weight in salt. Or work entirely in sodium milligrams, which is easier since that’s what labels already show. Staying under 2,000 to 2,300 mg of sodium per day is the general target for most adults.
Reading the Nutrition Facts panel is more reliable than judging by taste. Many high-sodium foods, like bread, cottage cheese, and canned vegetables, don’t taste salty at all. A single slice of commercial bread can contain 100 to 200 mg of sodium, and eating several slices throughout the day adds up without registering on your palate. Checking labels on the packaged foods you buy most often gives you a clearer picture of where your sodium is actually coming from.
