Is Squid Healthy to Eat? Benefits and Side Effects

Squid is a genuinely healthy protein source. At 92 calories and over 15 grams of protein per 100-gram serving, it delivers more protein per calorie than most meats while carrying very little fat. It’s also packed with selenium, riboflavin, and vitamin B12. The catch is how you prepare it: deep-fried calamari is a different nutritional story than grilled or steamed squid.

Nutritional Profile

A 100-gram serving of raw squid contains 92 calories, 15.6 grams of protein, and just 1.4 grams of total fat (with only 0.36 grams of saturated fat). For context, the same amount of chicken breast has roughly double the fat. Squid also has 3 grams of carbohydrates, zero sugar, and 44 milligrams of sodium.

Where squid really stands out is its micronutrient density. A single serving provides 44.8 micrograms of selenium, which covers about 80% of your daily needs. Selenium plays a key role in thyroid function and protecting cells from oxidative damage. Squid is also an excellent source of vitamin B12 and riboflavin, both essential for energy production and nervous system health.

Despite being low in total fat, squid has a surprisingly favorable fatty acid profile. It’s rich in the long-chain omega-3 fatty acids DHA and EPA, the same ones that make salmon and sardines famous for heart and brain health. The ratio of omega-3 to omega-6 fats in squid ranges from about 6:1 to nearly 18:1, which is exceptionally good. Most Western diets skew heavily toward omega-6, so foods with this ratio help restore balance.

Taurine and Metabolic Benefits

Squid is one of the richest dietary sources of taurine, an amino acid found at its highest concentrations in seafood. Taurine supports several metabolic processes that don’t get much attention in typical nutrition advice. It helps regulate calcium signaling in heart cells, stabilizes cell membranes, and protects against oxidative stress. It also plays a role in glucose and lipid metabolism and supports liver health by bolstering your body’s antioxidant defenses.

These aren’t theoretical benefits. Taurine acts as a natural calcium modulator and membrane stabilizer, influencing how your heart contracts and relaxes and helping regulate vascular tone. If you eat squid regularly, you’re getting a meaningful dose of a compound that supports cardiovascular function through multiple pathways.

The Cholesterol Question

This is the part that trips people up. Squid contains about 233 milligrams of cholesterol per 100-gram raw serving, which is high compared to most proteins. A single serving can approach or exceed the old 300 mg daily guideline that many people still remember.

However, the relationship between dietary cholesterol and blood cholesterol is more nuanced than it once seemed. Research on squid specifically has found that squid consumption can actually lower blood lipid levels, regardless of the cholesterol in the diet. One study published in Lipids in Health and Disease found that compounds in squid favorably alter lipid metabolism by changing how the liver synthesizes fatty acids and how the small intestine handles fats. Some shellfish have even been shown to increase HDL2 cholesterol, the protective form.

The combination of very low saturated fat, high omega-3 content, and these lipid-modifying effects means squid’s cholesterol content is less concerning than it looks on paper. Saturated fat has a much larger influence on blood cholesterol than dietary cholesterol does for most people.

Mercury and Contaminant Levels

Squid is one of the lowest-mercury seafood options available. FDA testing from 2005 to 2009 found a mean mercury concentration of just 0.024 parts per million in squid, with a maximum of 0.07 ppm across 36 samples tested. For comparison, swordfish averages around 0.995 ppm and canned tuna ranges from 0.12 to 0.35 ppm. Squid sits at the very bottom of the mercury scale, making it safe to eat multiple times per week, including during pregnancy.

Microplastics are a newer concern with all seafood. One study examining commercially sold squid found an average of 7.7 microplastic particles per kilogram of edible tissue, higher than shrimp or crab in the same study. That translates to a very small estimated dietary exposure, roughly 13 microplastic particles per year for the average shellfish consumer. This is an emerging area of research, but current levels in squid are low in absolute terms.

Preparation Makes the Difference

Raw or simply prepared squid is a lean, nutrient-dense food. Deep-fried calamari is not. Battering and frying squid adds significant calories, fat, and refined carbohydrates. A plate of fried calamari at a restaurant can easily triple the calorie count and add 15 to 20 grams of fat per serving compared to the same amount grilled or sautéed.

The healthiest preparations are grilling, steaming, sautéing in a small amount of olive oil, or adding squid to soups and stews. Squid cooks quickly, usually in two to three minutes, and overcooking makes it rubbery. If you enjoy calamari specifically, air-frying with a light coating gives you a similar texture with far less added fat.

Who Should Be Cautious

People with gout or hyperuricemia should pay attention to squid’s purine content. Pacific flying squid contains about 187 milligrams of purines per 100 grams, and spear squid about 161 mg per 100 grams. These are moderate-to-high levels. Purines break down into uric acid, and seafood is one of the food categories most consistently linked to elevated uric acid and gout flares. If you’re managing gout, keeping portions small or choosing lower-purine proteins on high-frequency days is a reasonable approach.

People with shellfish allergies should also note that squid, while technically a mollusk rather than a crustacean, can trigger cross-reactions in some individuals with broader seafood sensitivities.
