Sweet potatoes and regular potatoes are closer in nutritional value than most people assume. Neither one is clearly “better.” They each have distinct strengths, and the best choice depends on what your body needs and how you prepare them.
Calories, Carbs, and Fiber
Per 100 grams, the two potatoes are remarkably similar. A white potato has 95 calories, 21.4 grams of carbohydrates, and 2.3 grams of fiber. A sweet potato comes in slightly lower at 86 calories, 20 grams of carbohydrates, and 3 grams of fiber. That fiber difference is real but modest. You’d need to eat a lot of sweet potatoes for it to meaningfully change your daily intake.
Where Sweet Potatoes Win: Vitamin A
The biggest nutritional gap between these two foods is vitamin A. A single small baked sweet potato delivers 577 micrograms, which covers most adults’ daily needs in one serving. That orange color comes from beta-carotene, the plant pigment your body converts into vitamin A. White potatoes contain almost none.
Vitamin A supports your immune system, vision, and skin health. If your diet is already rich in other orange and leafy green vegetables, this advantage matters less. But for many people, sweet potatoes are the easiest way to hit that target.
Where White Potatoes Win: Potassium
Regular potatoes are one of the best food sources of potassium available. A medium baked potato with the skin on contains over 900 milligrams of potassium, nearly twice the 500-plus milligrams in a sweet potato of similar size. Most adults need around 2,600 to 3,400 milligrams of potassium per day, and the majority fall short. If you’re looking to close that gap, white potatoes do the job more efficiently.
Potassium helps regulate blood pressure, fluid balance, and muscle contractions. It’s one of the most under-consumed nutrients in the American diet, which makes the white potato’s advantage here genuinely useful.
Blood Sugar and Glycemic Index
Sweet potatoes are often recommended as the “better” option for blood sugar, but the reality is more nuanced than that. How you cook either potato matters as much as which one you choose. Steamed and baked sweet potatoes have a glycemic index around 63 to 66, placing them in the moderate range. Boiled white potatoes typically fall in the high range, around 78 to 82 depending on the variety.
That said, glycemic index measured in isolation doesn’t reflect how most people actually eat. Adding fat, protein, or fiber to a meal (butter, cheese, a side of vegetables, a piece of chicken) slows digestion and blunts the blood sugar spike from either potato. Portion size also matters more than the GI number on a chart. A small boiled white potato eaten alongside a balanced meal won’t spike your blood sugar the way a large baked potato eaten alone might.
Antioxidants and Color
The color of a potato tells you a lot about its antioxidant profile. Orange-fleshed sweet potatoes are rich in phenolic acids, protective plant compounds linked to reduced inflammation. Purple sweet potatoes go even further, containing nearly twice the antioxidant content of orange or white-fleshed varieties. Purple sweet potatoes also contain 13 different anthocyanins, the same class of compounds found in blueberries and red cabbage.
White and yellow potatoes aren’t antioxidant-free, but they contain far less than their colorful counterparts. If maximizing antioxidant intake matters to you, purple sweet potatoes are the clear winner in this category, followed by standard orange sweet potatoes.
Satiety and Weight Management
Boiled white potatoes scored 323% on the Satiety Index, a classic study measuring how full different foods make people feel. That’s the highest score of any food tested, more than three times as filling as white bread and far above rice, pasta, or french fries (which scored only 116%). The study didn’t test sweet potatoes directly, so a head-to-head comparison isn’t available, but white potatoes are one of the most satiating whole foods you can eat.
This matters for weight management. A food that keeps you full longer can help you eat less overall without feeling deprived. Boiling or baking either potato and eating it with the skin on preserves the fiber and structure that contribute to fullness. Frying, on the other hand, drops the satiety value dramatically while adding calories.
Gut Health and Resistant Starch
When you cook a potato and let it cool, some of its starch converts into resistant starch, a type of fiber that feeds beneficial gut bacteria. White potatoes are well-studied for this effect. Yellow varieties contain about 5.1 grams of resistant starch per serving after cooking and cooling, while russet potatoes contain about 3.9 grams. Red and yellow varieties actually increase their resistant starch content further when reheated after cooling, making potato salad or reheated leftovers a surprisingly good gut health choice.
Sweet potatoes likely undergo a similar process, but they haven’t been studied as extensively for resistant starch content. If gut health is a priority, cooled and reheated white potatoes have the stronger evidence base right now.
Oxalates: A Consideration for Some
Both potatoes are classified as very high in oxalates, compounds that can contribute to kidney stones in susceptible people. A cup of sweet potato contains about 28 milligrams of oxalates, while a medium baked white potato with skin has about 97 milligrams. French fries land around 51 milligrams per half cup. If you’ve been advised to follow a low-oxalate diet, sweet potatoes are the lower-oxalate option of the two, but neither qualifies as low.
How Dietary Guidelines Classify Them
The USDA doesn’t treat these two potatoes as interchangeable. Sweet potatoes fall under “red and orange vegetables,” while white potatoes are classified as “starchy vegetables.” The recommended weekly intake is 5.5 cups of red and orange vegetables and 5 cups of starchy vegetables on a 2,000-calorie diet. In other words, the guidelines encourage you to eat both, not choose one over the other. They fill different nutritional roles in a balanced diet.
Which One Should You Eat?
If you need more vitamin A or antioxidants, sweet potatoes are the better pick. If you need more potassium or want the most filling option per calorie, white potatoes have the edge. For blood sugar management, sweet potatoes have a slight advantage, but cooking method and what you eat alongside either potato matters more than the potato itself.
The real nutritional mistake isn’t choosing the wrong potato. It’s assuming one is healthy and the other isn’t. Both are whole, nutrient-dense foods that belong in a balanced diet. The preparation matters far more than the variety: a baked potato of either type with minimal toppings is a different food entirely from a plate of fries or a loaded potato drowning in sour cream and bacon.
