Is Tilapia High in Omega-3? How It Compares to Fish

Tilapia is not high in omega-3 fatty acids. A 3-ounce cooked serving of farmed tilapia contains less than 200 mg of EPA and DHA, the two omega-3 fats linked to heart and brain health. That puts it in the lowest tier of seafood for omega-3 content, alongside cod and halibut.

How Tilapia Compares to Fatty Fish

The gap between tilapia and omega-3-rich fish is significant. Wild king salmon and farmed salmon deliver 1,000 to 1,500 mg of EPA and DHA per 3-ounce serving, roughly five to eight times what you’d get from the same portion of tilapia. Even wild sockeye, coho, and pink salmon land between 500 and 1,000 mg. Mackerel, sardines, and herring sit at the top of the range alongside salmon.

Tilapia is a lean, freshwater fish. It simply doesn’t store fat the way cold-water species do. Salmon, mackerel, and sardines are classified as “oily fish” because their flesh is rich in fat, and that fat is where omega-3s concentrate. Tilapia’s flesh is mild and low in total fat, which is part of why people like cooking with it, but it also means the omega-3 payload is small.

Why Farmed Tilapia Is Especially Low

Nearly all tilapia sold in the U.S. is farm-raised, and what a fish eats directly shapes its fatty acid profile. Commercial tilapia feeds rely heavily on plant-based oils like soybean oil, which are inexpensive but rich in omega-6 fats rather than omega-3s. This shifts the fat composition of the fillet. The result is a fish with less EPA and DHA than it might otherwise contain, along with a higher proportion of omega-6 fatty acids.

Researchers have explored “finishing diets” that switch fish to omega-3-rich feed (like fish oil or algae meal) in the final weeks before harvest. These strategies can boost the omega-3 content of tilapia fillets, but they aren’t standard practice across the industry. The tilapia you find at a typical grocery store reflects the plant-oil-heavy feeding approach.

The Omega-6 Concern Is Overblown

You may have seen claims that tilapia is inflammatory because it contains more omega-6 fats than omega-3s. This concern gained traction years ago and still circulates online, but it doesn’t hold up well under scrutiny. Tilapia’s omega-6 to omega-3 ratio sits around 1.5 to 1, which falls comfortably within the recommended range of 1:1 to 4:1. That’s a modest imbalance, not a red flag.

Omega-6 fats are essential nutrients your body can’t produce on its own, and in reasonable amounts they help regulate cholesterol and blood sugar. The real dietary problem for most Americans isn’t eating tilapia. It’s the large volume of omega-6 fats coming from vegetable oils in processed foods, combined with too little omega-3 from any source. A piece of tilapia isn’t going to tip that balance in a meaningful way.

What Tilapia Does Offer

If you’re eating tilapia specifically for omega-3s, you’re picking the wrong fish. But tilapia has real nutritional strengths that explain its popularity. It’s a high-protein, low-calorie fish with a mild flavor that works in a wide range of recipes. A single serving provides a solid dose of protein along with B vitamins and selenium.

Tilapia is also one of the safest fish when it comes to mercury. FDA testing found a mean mercury concentration of just 0.013 parts per million, with some samples registering below detectable levels. For comparison, high-mercury fish like swordfish and king mackerel can exceed 0.7 ppm. This makes tilapia a practical choice for pregnant women, children, and anyone who wants to eat fish frequently without worrying about contaminant exposure.

Getting More Omega-3s From Seafood

The American Heart Association recommends eating two servings of fish per week, with an emphasis on fatty fish. A serving is 3 ounces cooked, roughly the size of a deck of cards. If your goal is to maximize omega-3 intake, prioritize salmon, mackerel, sardines, herring, anchovies, and bluefin tuna. Two servings of salmon per week can deliver 2,000 to 3,000 mg of EPA and DHA, a meaningful dose for cardiovascular health.

That said, eating tilapia is still better than eating no fish at all. Even its modest omega-3 content adds up over time, and you’re getting lean protein with very little mercury risk. A reasonable approach is to mix things up: eat tilapia when you want something mild and affordable, and work fattier fish into your rotation when you can. If you rely on tilapia as your primary fish, consider supplementing your omega-3 intake through other sources like walnuts, flaxseed, chia seeds, or a fish oil supplement to fill the gap.
