Trans fat is bad for you. It is widely considered the worst type of fat you can eat, raising your bad cholesterol while simultaneously lowering your good cholesterol. For every 2% of daily calories that come from trans fat, the risk of coronary heart disease rises by 23%. The World Health Organization has been pushing for its global elimination from food supplies since 2018.
What Trans Fat Does to Your Body
Most dietary fats affect your cholesterol in one direction. Trans fat moves it in both directions at once, and not in your favor. It increases LDL cholesterol, the kind that builds up inside artery walls and makes them hard and narrow. At the same time, it decreases HDL cholesterol, which normally acts as a cleanup crew, picking up excess cholesterol and shuttling it back to the liver for disposal. This double hit is why trans fat is singled out as more dangerous than saturated fat, which raises LDL but doesn’t suppress HDL the same way.
The damage goes beyond cholesterol. Animal studies show trans fat interferes with how your cells respond to insulin, the hormone that regulates blood sugar. In these studies, trans fat disrupted key signaling pathways in the liver more severely than an equally high-fat diet without trans fat, pushing subjects toward insulin resistance. That’s a precursor to type 2 diabetes. Trans fat also promotes chronic low-grade inflammation, which compounds the cardiovascular damage over time.
Why Trans Fat Exists in the First Place
Trans fat comes in two forms: natural and industrial. The industrial kind is created through a process called partial hydrogenation, where hydrogen is forced into liquid vegetable oil to make it solid at room temperature. This gave food manufacturers a cheap, shelf-stable fat that could replace butter in baked goods, keep crackers crispy for months, and withstand repeated deep frying. For decades, partially hydrogenated oils were everywhere in the food supply.
The difference between trans fat and the unsaturated fats your body can use comes down to molecular shape. In a normal unsaturated fat, hydrogen atoms sit on the same side of the molecule, creating a bend. In trans fat, the hydrogen atoms sit on opposite sides, straightening the molecule out. That straight shape lets trans fat molecules pack tightly together, which is great for making solid shortening but terrible for your arteries. Your body processes this unusual shape differently, and the results show up in your bloodwork.
Natural Trans Fat in Meat and Dairy
Small amounts of trans fat occur naturally in beef, lamb, and dairy products. These ruminant trans fats form in the stomachs of cows and sheep through bacterial activity. You might wonder whether natural trans fat gets a pass, and the answer is mostly practical rather than biological. A systematic review by the USDA found limited evidence for any meaningful health difference between natural and industrial trans fat when tested at comparable doses. The reason natural trans fat hasn’t raised the same alarms is simply that people consume far less of it. You’d need to eat seven to ten times the normal amount of dairy and meat-based trans fat to match the levels that caused concern in studies of industrial trans fat.
Where Trans Fat Still Hides
Many countries have banned or restricted partially hydrogenated oils, but trans fat hasn’t disappeared. Commercially baked goods like cakes, cookies, and pies remain common sources. Fast food items, including pizza, burgers, fries, and pancakes, have been found to exceed regulatory limits in multiple countries. Processed snacks, biscuits, cream-filled pastries, and even some canned and frozen products contribute meaningful amounts. In some regions, the problem is severe: a recent study found that margarine and spreads in Kazakhstan averaged more than 10% trans fat, and two-thirds of branded soybean oils tested in Bangladesh exceeded trans fat limits.
Even in countries with stricter regulations, a labeling loophole makes it hard to know exactly what you’re eating. In the United States, the FDA allows any product with less than 0.5 grams of trans fat per serving to be labeled as “0 g.” If you eat multiple servings, or eat several products that each contain just under that threshold throughout the day, the total adds up. Checking ingredient lists for “partially hydrogenated” oil is more reliable than trusting the nutrition facts panel alone.
What Replaced Trans Fat Isn’t Perfect Either
When manufacturers reformulated products to remove partially hydrogenated oils, many turned to interesterified fats. These are made by chemically rearranging fatty acids from blends of vegetable oils and fully hydrogenated fats. The process creates molecules that are rare or nonexistent in nature, which raised questions early on.
Those questions turned out to be worth asking. In a controlled study of 30 volunteers, a diet heavy in interesterified fat raised blood glucose from normal levels to prediabetic territory within one month. It also reduced HDL cholesterol similarly to trans fat and slowed glucose metabolism, both of which are linked to higher diabetes risk. This doesn’t mean interesterified fats are as harmful as trans fat overall, but it does mean the replacement isn’t a clean swap. The food industry traded one problematic fat for another that may carry its own risks, particularly for blood sugar regulation.
How Much Is Too Much
The WHO defines high intake as anything above 1% of total daily calories from trans fat, a threshold associated with increased risk of heart disease and death. For someone eating 2,000 calories a day, that’s about 2 grams. Given how effectively trans fat damages both sides of your cholesterol balance, most health authorities recommend keeping intake as close to zero as possible. There is no level at which industrial trans fat provides a nutritional benefit. Unlike saturated fat, which your body can at least process through normal metabolic pathways, the unusual molecular structure of industrial trans fat serves no biological purpose and actively disrupts multiple systems.
