The best way to hydrate isn’t just drinking more water. It’s drinking the right fluids, pairing them with food, and spreading your intake throughout the day so your body actually retains what you take in. Plain water works well for most situations, but certain beverages and strategies help your body hold onto significantly more fluid.
Why Some Drinks Hydrate Better Than Water
Not all fluids are equal when it comes to how long they stay in your body. Researchers developed a Beverage Hydration Index (BHI) that measures how much fluid your body retains from a drink compared to plain water, which scores a baseline of 1.0. The results are surprising: skim milk scores 1.44, full-fat milk scores 1.32, and oral rehydration solutions score 1.50. These drinks produced roughly 25% less urine output than the same volume of plain water, meaning your body kept more of the fluid.
The reason comes down to what’s in the drink. When sodium and glucose arrive in your small intestine together, a specialized transport protein pulls both into your intestinal cells simultaneously. Water passively follows the sodium, so the combination of a small amount of sugar and salt dramatically speeds up absorption. Milk naturally contains this mix of sodium, sugar (lactose), and a bit of fat and protein that slows stomach emptying, giving your gut more time to absorb the fluid.
What didn’t beat water? Cola, diet cola, hot tea, iced tea, coffee, beer, sparkling water, sports drinks, and orange juice all produced the same urine output as plain water. They hydrate you, but no better than water does. Sports drinks can be useful during prolonged exercise for other reasons, but for everyday hydration, they offer no measurable advantage in fluid retention.
How Caffeine Actually Affects Hydration
Coffee and tea count toward your daily fluid intake, despite what you may have heard. The diuretic effect of caffeine only kicks in at high doses. A study published in Frontiers in Nutrition found that moderate caffeine intake (about 3 mg per kilogram of body weight, or roughly 210 mg for a 150-pound person) produced no more urine than plain water. That’s about two standard cups of coffee.
The diuretic effect became significant only at 6 mg per kilogram, which translates to around 420 mg for that same person, or about four strong cups. At that dose, participants produced nearly twice as much urine as when they drank water. So your morning coffee or two is hydrating you just fine. If you’re drinking four or more cups in a short window, you may be losing some of that fluid.
Food Contributes More Than You Think
About 20% of your daily water intake comes from food rather than beverages. Fruits and vegetables are the biggest contributors. Watermelon, strawberries, cantaloupe, cabbage, and squash are nearly 100% water by weight. Eating a few servings of water-rich produce throughout the day is a meaningful hydration strategy, especially if you struggle to drink enough fluids on their own.
Food also slows the transit of fluid through your stomach, giving your intestines more time to absorb it. This is one reason drinking water with meals tends to be more hydrating than gulping the same amount on an empty stomach.
Timing and Temperature Matter
Sipping water steadily throughout the day beats drinking large amounts at once. Your kidneys can only process a limited volume of water per hour, and anything beyond that gets excreted quickly. Spreading your intake across waking hours gives your body the best chance to absorb and use the fluid.
Temperature plays a small role too. A study in the Journal of Gastroenterology found that hot liquids (around 60°C, or the temperature of a hot but drinkable beverage) moved through the stomach faster than body-temperature or cold liquids in the first 30 minutes after drinking. The practical difference is modest, though. Drink whatever temperature you’ll actually consume consistently.
Hydration During Exercise
Exercise changes the equation significantly because you’re losing fluid through sweat at a much higher rate than at rest. The American College of Sports Medicine recommends drinking early and at regular intervals during exercise, aiming to replace the water lost through sweating. For intense exercise lasting longer than an hour, 600 to 1,200 ml per hour (roughly 20 to 40 ounces) of a fluid containing 4% to 8% carbohydrates helps maintain both hydration and energy. That concentration is what most commercial sports drinks contain.
A practical way to gauge your sweat losses: weigh yourself before and after a workout. Each pound lost represents roughly 16 ounces of fluid you need to replace. Over time, this gives you a personalized target rather than relying on generic guidelines.
How to Tell If You’re Hydrated
Rather than obsessing over a specific number of glasses per day, use three simple signals your body gives you. Researchers developed a method combining body weight change, urine color, and thirst level to assess hydration status. No single marker is reliable on its own, but when two of these three point toward dehydration, you likely are:
- Body weight: a drop of more than 1% from your normal morning weight (about 1.5 pounds for a 150-pound person)
- Urine color: darker than a light straw yellow (a 5 or higher on a standard 8-point color chart)
- Thirst: moderate to strong thirst that persists after a few sips
If all three are present, you’re very likely dehydrated. If just one shows up, you’re probably fine. This approach is more accurate than any single rule of thumb.
Overhydration Is a Real Risk
Drinking too much water too quickly can dilute the sodium in your blood below 135 milliequivalents per liter, a condition called hyponatremia. It’s most common in endurance athletes who drink large volumes of plain water during long events without replacing sodium. Symptoms include nausea, headache, confusion, and in severe cases, seizures.
The fix is straightforward: don’t force yourself to drink beyond thirst during prolonged exercise, and include some sodium in your fluids if you’re sweating heavily for more than an hour. A pinch of salt in water or a sports drink handles this easily.
A Practical Hydration Strategy
For most people on a normal day, the best approach combines several of these insights. Drink water consistently throughout the day rather than in large bursts. Include a glass of milk or add a small pinch of salt and a splash of juice to water if you want better fluid retention. Eat fruits and vegetables regularly. Drink water with meals. Use your urine color and thirst as your guides rather than counting glasses.
During exercise, start drinking before you feel thirsty, aim for 20 to 40 ounces per hour during intense or prolonged sessions, and include electrolytes if you’re going longer than an hour. After exercise, replace each pound of body weight lost with about 16 ounces of fluid. The goal isn’t perfection. It’s building habits that keep your body consistently topped off rather than cycling between dehydrated and overloaded.
