Albacore and yellowfin tuna are remarkably close in nutritional profile, but albacore edges ahead in one important area: omega-3 fatty acids. Both species carry nearly identical mercury levels (about 0.35 ppm on average), so the safety tradeoff that many people assume exists between these two fish is smaller than it appears. The real differences come down to fat content, how you buy them, and how often you eat them.
Mercury Levels Are Nearly Identical
This surprises most people. FDA monitoring data shows canned albacore averages 0.350 ppm of mercury, while fresh or frozen yellowfin averages 0.354 ppm. That’s essentially the same number. If mercury is your primary concern, neither species has a meaningful advantage over the other.
The confusion stems from canned tuna labeling. “White” canned tuna is albacore, while “light” canned tuna is typically skipjack, a smaller species with far less mercury (around 0.118 ppm on average). A study measuring mercury in canned tuna found white-style cans contained roughly 3.4 times more mercury than light-style cans. But that comparison is albacore versus skipjack, not albacore versus yellowfin. When yellowfin does show up in cans, it’s sometimes blended into “light” products, which muddies the picture further. If you’re comparing the two species head to head, their mercury content is a wash.
Albacore Delivers More Omega-3s
Albacore is a fattier fish than yellowfin, and that extra fat carries a nutritional payoff. Per 100 grams of fish, albacore provides about 1.3 grams of the omega-3 fatty acids EPA and DHA combined (0.3 grams of EPA and 1.0 gram of DHA). That’s a substantial amount. A standard 3-ounce serving of albacore delivers roughly a full gram of these fats.
Yellowfin is a leaner, firmer fish prized for sushi and grilling. Its lower fat content means it carries fewer omega-3s per serving. If you’re eating tuna specifically for heart-healthy fats, albacore gives you more per bite. That said, one large study of women without prior heart disease found that tuna consumption frequency and omega-3 intake weren’t associated with reduced cardiovascular risk in a statistically significant way. The broader evidence on omega-3s and heart health is more nuanced than the simple “fish is good for your heart” message suggests, so omega-3 content alone shouldn’t drive your choice.
Protein and Calorie Differences
Both fish are excellent protein sources, delivering roughly 24 to 26 grams per 3-ounce cooked serving. Yellowfin is the leaner option, with fewer calories and less total fat per serving. That makes it a better fit if you’re watching calories closely or prefer a drier, meatier texture. Albacore’s higher fat content gives it a richer, more buttery flavor, which is why it’s the preferred choice for canned “white” tuna.
Selenium and Other Minerals
Both species are strong sources of selenium, a mineral that plays a role in thyroid function and acts as an antioxidant. Research on canned tuna has confirmed that selenium content exceeds mercury content in both types, though the exact amounts vary from can to can without a consistent pattern tied to mercury levels. You’ll also get meaningful amounts of B vitamins (especially B12 and niacin), potassium, and phosphorus from either fish.
How Often You Can Safely Eat Each
Because their mercury levels are so similar, the same consumption guidelines apply to both. Federal advice recommends eating 2 to 3 servings per week from the “Best Choices” fish list or 1 serving per week from the “Good Choices” list. Both albacore and yellowfin fall into the “Good Choices” category, meaning 1 serving (about 4 ounces) per week is the suggested limit.
For people who are pregnant or breastfeeding, the recommendation is 8 to 12 ounces per week of lower-mercury seafood. Neither albacore nor yellowfin qualifies as “lower mercury” in this context. If you want tuna during pregnancy, canned light tuna (skipjack) is the safer bet, since its mercury levels are about one-third of what you’d get from either albacore or yellowfin.
Canned Versus Fresh Matters
How you buy your tuna affects both nutrition and mercury exposure. Canning doesn’t change mercury levels. Packing tuna in oil versus water doesn’t matter either, and draining the liquid doesn’t reduce mercury because almost none of it leaches into the packing fluid.
What canning does affect is omega-3 content. Oil-packed tuna can lose some of its natural omega-3s into the packing oil, which most people drain off. Water-packed canned albacore retains more of its original omega-3 profile. Fresh or frozen steaks of either species preserve the full nutritional content, but they also tend to come from larger, older fish that may carry slightly higher mercury loads than their canned counterparts.
Which One to Choose
If you want more omega-3 fatty acids per serving, pick albacore. If you want a leaner, lower-calorie option for grilling or searing, go with yellowfin. Mercury shouldn’t be the deciding factor between these two specific fish, since they’re nearly identical on that front. The bigger dietary decision is how often you eat either one and what other seafood you include in your rotation. Mixing in lower-mercury fish like salmon, sardines, or pollock lets you eat seafood more frequently without pushing your mercury intake higher.
