The three macronutrients are carbohydrates, proteins, and fats. These are the nutrients your body needs in large quantities every day because they supply all of your dietary calories. Carbohydrates and proteins each provide 4 calories per gram, while fat provides 9 calories per gram, making it the most energy-dense of the three.
Carbohydrates: Your Body’s Preferred Fuel
Carbohydrates are your body’s primary energy source. When you eat them, your digestive system starts breaking them down almost immediately. Enzymes in your saliva begin working on starches while you’re still chewing. From there, carbs are converted into glucose (blood sugar), which your body uses to power everything from walking to thinking. Your brain alone runs almost exclusively on glucose.
When you take in more glucose than you need right away, your body stores the excess in your muscles and liver for later use. Once those storage sites are full, any remaining glucose gets converted to fat.
Carbohydrates come in two broad categories: simple and complex. Simple carbs have short molecular chains, so they break down quickly and hit your bloodstream fast. Table sugar, fruit juice, and honey fall into this group. Complex carbs have longer chains, which means they take more time to digest and provide steadier energy. Whole grains, potatoes, beans, and oats are all complex carbs. Foods rich in complex carbs also tend to carry more fiber, which slows digestion further and supports gut health.
Good whole-food sources of carbohydrates include a baked potato (51 g of carbs), a cup of cooked white rice (45 g), a cup of oatmeal (25 g), a banana (28 g), and a slice of whole wheat bread (13 g).
Protein: Building and Repairing Tissue
Protein is the structural macronutrient. Your body uses it to build and repair muscles, organs, skin, hair, and immune cells. It also plays a role in producing enzymes and chemical messengers that regulate nearly every bodily process.
Proteins are made of smaller units called amino acids. Your body needs 20 different amino acids to function, and 9 of them are “essential,” meaning you can only get them from food: histidine, isoleucine, leucine, lysine, methionine, phenylalanine, threonine, tryptophan, and valine. Animal-based foods like meat, fish, eggs, and dairy contain all nine essential amino acids in meaningful amounts. Most plant foods are lower in one or more, which is why people eating plant-based diets benefit from combining different protein sources throughout the day, like pairing beans with rice or lentils with whole grains.
The standard recommended intake for protein is 0.8 grams per kilogram of body weight per day, or about 0.36 grams per pound. For a 150-pound person, that works out to roughly 54 grams daily. People who exercise intensely, are recovering from injury, or are older often need more.
Protein-rich foods include a roasted chicken breast (27 g per 3 oz serving), beef (26 g), salmon (23 g), canned tuna (22 g), a cup of cooked lentils (18 g), a cup of black beans (15 g), and a single large egg (6 g).
Fat: Energy Storage, Hormones, and Vitamins
Fat is the most calorie-dense macronutrient at 9 calories per gram, more than double the other two. That density makes it your body’s most efficient way to store energy. But fat does far more than serve as a backup fuel tank. Your body needs it to absorb the fat-soluble vitamins A, D, E, and K. Without enough dietary fat, those vitamins pass through your system without being used. Fat is also essential for producing hormones, insulating organs, and maintaining healthy cell membranes.
Not all fats affect your health the same way. The key distinction comes down to their chemical structure. Saturated fats have no double bonds between their carbon atoms, which makes them solid at room temperature (think butter and animal fat). Higher intake of saturated fat is associated with increased cardiovascular risk. Unsaturated fats have one or more double bonds, keeping them liquid at room temperature. Monounsaturated fats (olive oil, avocados) have one double bond, while polyunsaturated fats (fish, walnuts, flaxseed) have two or more. Greater consumption of unsaturated fats is linked to lower heart disease risk.
Trans fats are a separate category worth knowing about. They’re created when liquid oils are industrially processed to become solid. Trans fats have no known health benefit and, like saturated fats, raise cardiovascular risk. Most food manufacturers have removed them from their products, but they still appear in some processed and fried foods.
Common fat sources include olive oil and canola oil (14 g per tablespoon), butter (12 g per tablespoon), walnuts (18 g per ounce), almonds (14 g per ounce), and sunflower seeds (14 g per ounce). Fatty fish like salmon provides both protein and healthy unsaturated fats in a single serving.
How Much of Each You Need
The Dietary Guidelines for Americans recommend that adults get 45 to 65 percent of their daily calories from carbohydrates, 20 to 35 percent from fat, and 10 to 35 percent from protein. These ranges are wide on purpose. Someone who runs long distances will naturally lean toward the higher end of carbohydrate intake, while someone focused on muscle building might prioritize the upper range of protein.
On a 2,000-calorie diet, those percentages translate to roughly 225 to 325 grams of carbohydrates, 44 to 78 grams of fat, and 50 to 175 grams of protein per day. The math is straightforward: divide the calories you want from each macronutrient by its per-gram calorie value (4 for carbs and protein, 9 for fat).
How Your Body Digests Each One
Each macronutrient follows a slightly different path through your digestive system. Carbohydrate digestion begins in your mouth, where an enzyme in saliva starts breaking down starches before you even swallow. Protein digestion picks up in the stomach, where acid and enzymes start dismantling protein into amino acids. Fat digestion is slower and happens mainly in the small intestine, where bile from the liver breaks fat into smaller droplets so enzymes from the pancreas can finish the job.
All three macronutrients are ultimately absorbed through the walls of the small intestine and delivered to your cells. Because fat takes the longest to digest, meals higher in fat tend to keep you feeling full longer. Protein also has strong satiety effects, which is one reason high-protein meals can help with appetite control. Simple carbs, by contrast, digest the fastest, which is why a sugary snack can leave you hungry again within an hour.
