What Are the Best Sources of Iron in Your Diet?

The best sources of iron include both animal and plant foods, but they differ dramatically in how well your body absorbs them. Meat, poultry, and seafood provide a form of iron that your body takes up at rates of 25 to 30 percent, while plant sources like spinach, lentils, and beans contain a form absorbed at only 3 to 5 percent. That difference matters when you’re trying to meet your daily needs, which range from 8 mg for most adult men to 18 mg for women of childbearing age and 27 mg during pregnancy.

Two Types of Dietary Iron

Iron in food comes in two forms: heme and non-heme. Heme iron is found exclusively in animal tissue, embedded in the same protein structures that carry oxygen in blood and muscle. Your gut absorbs it efficiently, pulling in roughly a quarter to a third of what you eat. Non-heme iron is the form found in plants, eggs, and fortified foods. It’s chemically less stable in the digestive tract, and your body absorbs only about 3 to 5 percent of it under typical conditions.

This doesn’t mean plant sources are useless. Many plant foods pack enough iron per serving that even at lower absorption rates, they contribute meaningfully to your daily intake, especially when you eat them alongside foods that boost absorption.

Top Animal Sources of Iron

Red meat is the most well-known iron source for good reason. A 3-ounce serving of beef provides around 2 to 3 mg of highly absorbable heme iron. Organ meats like liver are even richer, delivering upward of 5 mg per serving. Chicken and turkey contain moderate amounts, typically 1 to 2 mg per serving, concentrated more in dark meat than white. Shellfish, particularly oysters, clams, and mussels, are among the most iron-dense foods available. Even canned tuna and salmon contribute small but useful amounts.

Because heme iron is absorbed five to eight times more efficiently than non-heme iron, even modest portions of these foods go a long way toward meeting daily needs.

Top Plant Sources of Iron

Cooked spinach leads the plant category with 6.4 mg per cup. That’s a large amount on paper, though the actual iron your body absorbs from it is reduced by naturally occurring compounds in the leaves (more on that below). Soybeans deliver 4.4 mg per half cup, and lentils provide 3.3 mg in the same serving size. Chickpeas come in at 2.4 mg per half cup.

Among nuts and seeds, sesame seeds offer 2.1 mg per half ounce, and cashews provide 1.9 mg per ounce. Tofu, tempeh, and other soy products are also reliable sources. Fortified breakfast cereals can contain anywhere from 4 to 18 mg per serving depending on the brand, making them one of the easiest ways to hit your target, particularly for people who don’t eat meat. Check the nutrition label, since fortification levels vary widely.

Whole grains like quinoa, oats, and enriched bread contribute smaller amounts per serving but add up over the course of a day.

How Much Iron You Need Each Day

Iron requirements vary sharply by age and sex. Children ages 1 to 3 need about 7 mg daily, increasing to 10 mg between ages 4 and 8. From age 9 through 13, the recommendation is 8 mg for both boys and girls. Once menstruation begins, the picture changes: teenage girls need 15 mg per day, while teenage boys need 11 mg.

Adult men and postmenopausal women need 8 mg daily. Women between 19 and 50 need 18 mg, more than double the male requirement, because of monthly blood loss. During pregnancy, the recommendation jumps to 27 mg per day to support the increased blood volume and the developing fetus. These numbers assume a mixed diet. People who eat exclusively plant-based foods may need up to 1.8 times these amounts to compensate for lower absorption rates.

What Helps Your Body Absorb More Iron

Vitamin C is the single most effective dietary tool for boosting non-heme iron absorption. The effect is dose-dependent: in one controlled study, adding increasing amounts of vitamin C (from 25 mg up to 1,000 mg) to a meal containing about 4 mg of non-heme iron pushed absorption from 0.8 percent up to 7.1 percent. In practical terms, doubling the vitamin C in a meatless meal from 50 to 250 mg doubled the iron absorbed.

This means pairing plant-based iron foods with vitamin C-rich foods makes a real difference. Squeeze lemon over lentils, add bell peppers to a spinach salad, or drink a glass of orange juice with your fortified cereal. A single medium bell pepper has about 95 mg of vitamin C, and a cup of strawberries has around 85 mg.

Eating a small amount of meat or seafood alongside plant-based iron sources also helps. The heme iron in animal tissue enhances the absorption of non-heme iron eaten at the same meal, though the mechanism is separate from the vitamin C effect.

What Blocks Iron Absorption

Several naturally occurring compounds in food interfere with non-heme iron uptake. Phytates, found in whole grains, seeds, legumes, and some nuts, are the most significant. A review of the evidence found that phytates reduced non-heme iron absorption by anywhere from 1 to 23 percent, depending on the amount present. This is somewhat ironic because many of the best plant sources of iron (beans, lentils, whole grains) also contain the compounds that limit its absorption.

Tannins in tea and coffee are another common inhibitor. Drinking tea or coffee with a meal, rather than between meals, can meaningfully cut the iron you absorb. Calcium also competes with iron for absorption, so taking a calcium supplement at the same time as an iron-rich meal is counterproductive. If you take both, spacing them at least two hours apart helps.

Soaking, sprouting, or fermenting grains and legumes before cooking breaks down some of their phytate content, which is one reason traditional food preparation methods like sourdough fermentation and bean soaking exist in the first place.

Cooking in Cast Iron

Cooking in cast iron cookware does transfer measurable amounts of iron into food. The amount depends on temperature, cooking time, and especially the acidity of what you’re cooking. Acidic foods like tomato sauce, dishes with vinegar, and citrus-based sauces pull the most iron from the pan. Higher temperatures and longer cook times also increase iron transfer. Cooking something mildly acidic (pH 5 to 6) at a simmer for 20 minutes will add less iron than a slow-cooked tomato sauce (pH around 4) that sits in the pan for an hour.

Cast iron cooking won’t single-handedly fix a deficiency, but as a daily habit it provides a small, consistent boost that adds up over time, particularly for people on plant-based diets.

Putting It Together

If you eat meat, hitting your daily iron target is relatively straightforward. A serving of red meat a few times a week, combined with fortified grains and some legumes, covers most adults easily. If you eat a plant-based diet, you’ll need to be more deliberate: prioritize high-iron foods like cooked spinach, lentils, soybeans, and fortified cereals, and pair them with vitamin C-rich foods at every meal. Avoid drinking tea or coffee during meals, and consider cooking in cast iron when it’s practical.

Women of childbearing age and pregnant women face the steepest requirements. At 18 and 27 mg per day respectively, meeting those targets through food alone takes consistent planning, and many prenatal vitamins include iron for exactly this reason. For everyone else, a varied diet that includes a mix of the foods listed above, eaten with some attention to what enhances and inhibits absorption, is typically enough.
