The good news: with non-starchy vegetables, you barely need to count carbs at all.

Why Non-Starchy Vegetables Work So Well

Most non-starchy vegetables contain so few carbohydrates that they have almost no impact on blood sugar. Boiled carrots, for example, have a glycemic load of just 1, with only 4 grams of carbohydrate per half-cup serving. Compare that to a slice of white bread at around 15 grams of carbohydrate and you can see why vegetables are the foundation of a diabetes-friendly plate.

Fiber plays a big role here. Soluble fiber attracts water in the gut and forms a gel that slows digestion, which helps prevent blood sugar surges after eating. Adults need at least 25 to 35 grams of fiber per day, and loading up on vegetables is one of the easiest ways to get there. The practical advice is simple: fill half your plate with non-starchy vegetables at every meal.

The Best Non-Starchy Picks

The ADA’s recommended list is long, which is actually good news. You have plenty of variety to work with:

  • Leafy greens: Spinach, kale, collard greens, Swiss chard, arugula, romaine, and watercress. These are essentially “free” foods from a carb standpoint. A full soup bowl of salad leaves counts as just one portion.

Broccoli and Blood Sugar

This doesn’t mean broccoli is a replacement for medication, but it does suggest that regularly eating cruciferous vegetables offers benefits beyond just being low in carbs.

How Cooking Changes Things

The way you prepare vegetables can affect how your body processes their carbohydrates. Research on potatoes (a starchy vegetable, not a non-starchy one) shows this clearly: boiled and microwaved potatoes both have a high glycemic index above 70, while frying kept sugar release lower throughout digestion. Cooking method has a significant effect on starch breakdown and sugar release in the body.

For non-starchy vegetables, the differences are much smaller because they contain so little starch to begin with. That said, raw or lightly cooked vegetables generally retain more fiber structure, which slows digestion slightly. Roasting at high temperatures can caramelize natural sugars and soften fiber, but for vegetables like broccoli, peppers, and zucchini, the carb content is low enough that it rarely matters in practice. Frozen vegetables are just as nutritious as fresh. For people managing diabetes on a budget or a busy schedule, frozen vegetables are a perfectly good choice.
